Healthy adults need about 60 to 110 minutes of deep sleep per night, which works out to roughly 10% to 20% of total sleep time. If you’re getting seven to nine hours of sleep and spending at least an hour in the deep stage, you’re in a good range. That percentage shifts across your lifetime, and several everyday habits can push it higher or lower.

What Counts as Deep Sleep

Deep sleep is the third stage of non-REM sleep, sometimes called slow-wave sleep because of the large, slow brain waves that define it. It’s the hardest stage to wake from. Beyond blood sugar, too little deep sleep affects how well your body recovers physically. Since deep sleep is the primary window for growth hormone release, people who consistently miss out on it often notice slower recovery from workouts, persistent muscle soreness, and a general feeling of not being restored by sleep. Immune function also takes a hit, as many of the repair processes that maintain your immune system depend on this stage.

How to Tell if You’re Getting Enough

Most consumer sleep trackers estimate deep sleep using movement and heart rate data, which gives you a rough picture but isn’t perfectly accurate. Clinical sleep studies using EEG sensors remain the gold standard. Still, if your tracker consistently shows you under 45 minutes of deep sleep, that’s worth paying attention to.

Your body also gives you signals. If you wake up feeling unrested despite sleeping seven or eight hours, or if you feel physically run down without an obvious cause, shallow sleep architecture may be part of the problem. Alcohol creates a misleading pattern. A drink or two before bed acts as a sedative, helping you fall asleep faster and actually increasing deep sleep in the first half of the night. This is why many people believe alcohol helps them sleep. But the second half of the night tells a different story: sleep becomes fragmented, you wake more often, and overall sleep efficiency drops. REM sleep, suppressed earlier, rebounds in a disorganized way.

The net effect is that while your total deep sleep minutes may look acceptable, the quality of your overall sleep architecture suffers. Over time, regular evening drinking erodes the consistency of slow-wave sleep rather than supporting it.

Regular physical activity is one of the most reliable ways to increase deep sleep. A review of 23 studies found that evening exercise not only didn’t harm sleep but actually helped people fall asleep faster and spend more time in deep sleep. The one exception: high-intensity exercise like interval training done less than an hour before bed, which delayed sleep onset and reduced sleep quality.

A practical guideline is to finish vigorous workouts at least two hours before you plan to sleep. Moderate activity like walking, stretching, or light resistance training closer to bedtime is generally fine and may even help. The key variable isn’t the time of day so much as the intensity and how close it falls to your actual bedtime.

Practical Steps to Increase Deep Sleep

  • Keep a consistent sleep schedule. Going to bed and waking up at the same time, even on weekends, strengthens your circadian rhythm and helps your brain reliably enter deep sleep in the first few hours.
  • Cool your bedroom to 60 to 67°F. This supports the core temperature drop your body needs for slow-wave sleep.
  • Limit alcohol within three hours of bed. Even moderate amounts fragment sleep in the second half of the night.
  • Exercise regularly, but time it right. Moderate to vigorous activity earlier in the day or early evening consistently increases deep sleep duration.
  • Minimize noise disruptions in the first half of the night. White noise machines or earplugs can help protect the window when most deep sleep occurs.
  • Avoid caffeine after early afternoon. Its half-life of five to six hours means an afternoon coffee can still be active in your system at bedtime, reducing slow-wave sleep even if you fall asleep on time.
