How Much Fiber Are You Supposed to Have a Day?

Most adults need between 22 and 34 grams of fiber per day, depending on age and sex. The average American gets roughly 13 grams, which is less than half the recommended amount. That gap matters because fiber does far more than keep you regular: it lowers your risk of heart disease, helps manage blood sugar, and feeds the bacteria that keep your gut healthy.

Daily Fiber Targets by Age and Sex

Fiber recommendations are based on a simple formula: 14 grams for every 1,000 calories you eat. Because calorie needs change with age and body size, the targets shift across your lifespan.

For adult women, the target is 28 grams per day between ages 19 and 30, drops to about 25 grams between 31 and 50, and settles around 22 grams after age 50. For adult men, the numbers are higher: roughly 34 grams between 19 and 30, 31 grams between 31 and 50, and 28 grams after 50. If you’re pregnant, the recommendation stays in the range of 20 to 35 grams per day, the same as the general population.

Children need less. A toddler between 1 and 3 needs about 14 grams daily. By ages 9 to 13, kids need between 22 and 25 grams depending on sex. These numbers aren’t arbitrary ceilings or floors. They reflect the intake levels consistently linked to lower disease risk in large population studies.

Why the Number Matters for Your Heart

The strongest evidence for fiber’s benefits centers on cardiovascular health. Large meta-analyses comparing people who eat the most fiber to those who eat the least have found that high-fiber diets are associated with a 7% reduction in the incidence of coronary heart disease and a 17% reduction in dying from it. Stroke risk drops too, with relative risk reductions in the range of 7% to 17%.

These benefits come from multiple fiber sources. Cereal fiber (from whole grains), fruit fiber, and vegetable fiber all contribute, though cereal fiber shows the most consistent link to reduced heart disease mortality. You don’t need to obsess over one category. A mix of sources covers your bases.

How Fiber Works in Your Body

Fiber comes in two forms, and each does something different. Soluble fiber dissolves in water and forms a gel-like material in your stomach. This gel slows digestion, which means sugar enters your bloodstream more gradually after a meal. That’s why soluble fiber helps with blood sugar control, and it’s also the mechanism behind its cholesterol-lowering effect. Foods like oats, beans, and apples are rich in soluble fiber.

Insoluble fiber doesn’t dissolve. It adds bulk to stool and helps move everything through your digestive system faster. Whole wheat, nuts, and vegetables like cauliflower and green beans are good sources. Both types are important, and most whole plant foods contain some of each, so you don’t need to track them separately.

What Fiber Does for Your Gut

When fiber reaches your large intestine undigested, bacteria ferment it and produce compounds called short-chain fatty acids. These are the primary fuel source for the cells lining your colon. They also reduce inflammation, support the immune system, and help maintain the barrier between your gut and the rest of your body.

When fermentable fiber is in short supply, gut bacteria switch to less efficient fuel sources like proteins and fats. This shift reduces the production of those protective fatty acids and changes the overall balance of your gut microbiome. In practical terms, eating enough fiber keeps the ecosystem in your colon functioning well. Starving it of fiber does the opposite.

High-Fiber Foods Worth Knowing

Legumes are the single most fiber-dense food group. A cup of cooked split peas delivers 16 grams, lentils provide 15.5 grams, and black beans come in at 15 grams. If you ate one cup of lentils, you’d be halfway to your daily target in a single side dish.

Grains and seeds are your next best options. An ounce of chia seeds (about two tablespoons) packs 10 grams. A cup of cooked whole-wheat pasta has 6 grams. Quinoa provides 5 grams per cup, and even a serving of bran flakes gets you 5.5 grams at breakfast.

Fruits contribute meaningful amounts too, especially when you eat the skin. Raspberries lead the pack at 8 grams per cup. A medium pear has 5.5 grams, and an apple with the skin on gives you 4.5. Bananas, oranges, and strawberries each provide about 3 grams per serving. Even popcorn counts: three cups of air-popped popcorn contain 3.5 grams of fiber.

A Realistic Day of Eating 28 Grams

Hitting 28 grams doesn’t require a radical diet overhaul. A bowl of oatmeal with a cup of raspberries at breakfast gives you 12 grams. A lunch with a cup of black beans in a burrito bowl adds 15 grams. At that point, you’re already at 27 grams before dinner, and a medium apple as a snack puts you over the top. The key is building fiber into meals you’re already eating rather than treating it as an add-on.

Fiber Supplements

If you struggle to get enough from food, supplements can help close the gap. Most contain either soluble fiber (which forms a gel and can help with both diarrhea and constipation) or insoluble fiber (which bulks up stool and promotes regularity). Some soluble fiber supplements are also fermentable, meaning they feed beneficial gut bacteria the same way whole foods do.

Supplements are a reasonable backup, but they don’t deliver the vitamins, minerals, and other plant compounds that come packaged with fiber in whole foods. Think of them as a complement, not a replacement.

How to Increase Fiber Without the Bloating

Adding too much fiber too quickly is the most common reason people give up on it. A sudden jump from 13 grams to 30 grams in a day will likely cause gas, bloating, and cramping. Your gut bacteria need time to adjust to the increased workload.

A better approach is to add about 3 to 5 grams per day over the course of two to three weeks. Swap white rice for brown rice one meal at a time. Add a handful of raspberries to your breakfast. Toss half a cup of beans into a soup you’re already making. Drink plenty of water as you go, because fiber absorbs liquid. Without enough fluid, the extra bulk can slow things down rather than speed them up.
