Most supplement guides recommend 5 to 10 grams of glutamine per day for gym-goers, but the honest answer is that glutamine supplementation does not appear to help build muscle. If your primary goal is adding muscle, your money is better spent elsewhere.

The same study found that markers of muscle damage returned to baseline levels significantly faster in the glutamine group 72 hours after training.
For someone training hard five or six days a week, reducing the duration of soreness could have indirect benefits. You might train with better quality in your next session, which over months could contribute to better results. But that’s a far cry from glutamine directly causing muscle growth.
Glutamine also supports immune function, which matters during periods of intense training when your immune system can dip. Heavy training temporarily depletes glutamine levels in the blood, and some research suggests supplementation during these periods helps maintain immune defenses. If you’re training in a caloric deficit or doing very high volumes, this is where glutamine has its most defensible use case.
Common Dosages Used in Studies
Research protocols typically use between 5 and 10 grams per day, with some studies going as high as 20 to 30 grams split across multiple doses. The body-weight-based dosing seen in clinical trials tends to fall around 0.1 grams per kilogram, which works out to roughly 7 grams for a 155-pound person or 9 grams for someone weighing 200 pounds.
If you still want to try glutamine for recovery purposes, 5 to 10 grams daily is the range most commonly used. Post-workout timing is the most popular approach among athletes, since the body is primed for nutrient absorption after training and this is when glutamine levels are most depleted. Some people split the dose, taking half after training and half before bed. There’s no strong evidence that one timing protocol is dramatically better than another, but post-workout use over several weeks appears to be the most studied approach.
You Probably Get Enough From Food
A single 6-ounce chicken breast provides about 8 grams of glutamic acid (the form glutamine takes in food). A 6-ounce steak delivers around 7.5 to 9.4 grams. Even a cup of firm tofu contains over 8 grams. Other high-glutamine foods include turkey, pork tenderloin, tuna, and grouper, all providing 7.5 to 8.6 grams per standard serving.
If you’re eating the 1.6 to 2.2 grams of protein per kilogram of body weight that most muscle-building nutrition guidelines recommend, you’re already consuming substantial amounts of glutamine through whole food. This is a big part of why supplementation doesn’t move the needle for most people eating adequate protein. The supplement is solving a problem that doesn’t exist.
What to Spend On Instead
If muscle gain is your goal, creatine monohydrate has the strongest and most consistent evidence base of any sports supplement. It increases strength output, supports training volume, and has been shown across dozens of trials to improve lean mass. Three to five grams daily is the standard effective dose, and it costs a fraction of what many glutamine products charge.
Beyond creatine, hitting your total daily protein target matters far more than any individual amino acid supplement. Whey or plant-based protein powders can help if you struggle to reach your protein goals through food alone. Caffeine before training reliably improves performance. These three, combined with consistent progressive training and adequate sleep, cover the supplement basics that actually have evidence behind them.
Glutamine isn’t harmful, and at typical doses it has no notable side effects. But for the specific goal of building muscle, the clinical evidence is clear: it doesn’t help. If you’re already buying it, redirecting that budget toward creatine or simply more high-protein food will serve your goals better.
