How Much Protein a Day for Women: By Age and Weight

Most women need between 46 and 100+ grams of protein per day, depending on body weight, activity level, and life stage. The baseline recommendation is 0.8 grams per kilogram of body weight, which works out to about 46 grams daily for an average sedentary woman. But that number is a minimum to prevent deficiency, not necessarily an optimal target, and many women benefit from eating significantly more.

The Baseline: 46 Grams Per Day

Federal dietary guidelines set the protein RDA for adult women at 46 grams per day across all age groups, from 19 through 51 and beyond. This translates to roughly 0.8 grams per kilogram of body weight. For a 130-pound (59 kg) woman, that’s about 47 grams. For a 160-pound (73 kg) woman, it’s about 58 grams.

This number represents the amount needed to meet basic metabolic needs and avoid muscle loss in a relatively inactive person. It’s not a ceiling, and it’s not tailored to anyone with fitness goals, an active job, or age-related health concerns. Most nutrition experts now consider it a floor.

How Exercise Changes Your Needs

If you exercise regularly, your protein needs jump considerably. Women who do moderate activity like jogging, cycling, or group fitness classes generally need 1.1 to 1.5 grams per kilogram of body weight. If you lift weights or train for endurance events, that range climbs to 1.2 to 1.7 grams per kilogram.

To put that in real numbers: a 150-pound (68 kg) woman who strength trains three to four times a week would aim for roughly 82 to 116 grams of protein daily. That’s nearly double the standard RDA. For women focused on building muscle or improving body composition, research supports intakes of 1.6 to 2.2 grams per kilogram, which for that same 150-pound woman means 109 to 150 grams per day.

Why Women Over 50 Need More

The standard 0.8 g/kg recommendation appears to be insufficient for older women. As you age, your body becomes less efficient at using dietary protein to maintain muscle, a process that accelerates around menopause. This gradual muscle loss, called sarcopenia, increases the risk of falls, fractures, and loss of independence.

A 2025 study in Frontiers in Nutrition found that women eating 1.2 grams per kilogram per day had significant improvements in muscle strength, reduced fat accumulation, and better muscle composition compared to women eating the standard 0.8 g/kg. The researchers recommended that older adults aim for at least 1.2 g/kg daily as a targeted strategy to prevent muscle deterioration. For a 150-pound woman over 50, that’s about 82 grams per day rather than the 54 grams the RDA would suggest.

Protein During Pregnancy and Breastfeeding

Protein needs rise during pregnancy, but not evenly across trimesters. In the first trimester, only about 1 extra gram per day is needed, which is essentially negligible. By the second trimester, you need roughly 9 to 10 additional grams daily. In the third trimester, that jumps to 25 to 31 extra grams per day, reflecting the rapid growth happening in the final months.

For a woman who normally needs around 50 grams of protein, third-trimester needs could reach 75 to 80 grams daily. Breastfeeding demands stay elevated too: about 19 to 23 extra grams per day during the first six months of exclusive nursing, tapering to 12 to 13 extra grams after that.

How to Spread Protein Across Meals

Your body can only use so much protein at once for muscle repair. Eating 15 to 30 grams per meal is the practical sweet spot, and research shows that consuming more than 40 grams in a single sitting doesn’t offer additional muscle-building benefit. The excess gets used for energy or stored as fat, just like extra calories from any other source.

Distribution matters more than most people realize. One study found that muscle protein synthesis was about 25% greater when protein was spread evenly across breakfast, lunch, and dinner compared to the common pattern of eating very little protein at breakfast and loading up at dinner. The key trigger is getting about 30 grams of high-quality protein in a meal, which provides roughly 3 grams of leucine, the amino acid that signals your body to start building and repairing muscle tissue. Plant-Based Protein: A Small Adjustment

If you eat a fully plant-based diet, you can absolutely meet your protein needs, but you may need to eat slightly more total protein or be more strategic about combining sources. Most plant proteins contain lower amounts of essential amino acids, particularly leucine, compared to animal proteins like eggs, dairy, meat, and fish. Individual plant sources also tend to be low in at least one essential amino acid.

The practical fix is straightforward: eat a variety of plant protein sources (beans, lentils, tofu, tempeh, nuts, seeds, whole grains) rather than relying on just one or two. Combining different sources throughout the day creates a more complete amino acid profile. For active women already eating above 1.5 grams per kilogram, the lower quality of plant protein is unlikely to make a meaningful difference because the higher volume compensates for it.

Upper Limits and Safety

More than 2 grams per kilogram of body weight per day is generally considered excessive. For a 150-pound woman, that’s about 136 grams. Beyond that threshold, the extra protein won’t build more muscle. Your body can’t store protein the way it stores carbohydrates or fat, so surplus protein calories get converted to energy or stored as body fat.

There are also some practical health considerations at very high intakes. Many high-protein foods, especially animal sources, are also high in saturated fat, which can raise blood lipids over time. And while high protein intake doesn’t cause kidney disease in healthy people, it does place additional strain on the kidneys, which is a concern for anyone with existing kidney issues or a predisposition to them.
