How Much Protein Do I Need? Calculate Your Daily Amount

Your protein needs depend on your body weight, activity level, age, and goals. The baseline recommendation for a generally healthy adult is 0.36 grams of protein per pound of body weight per day (0.8 grams per kilogram). For a 160-pound person, that works out to about 58 grams. But that number is a minimum to prevent deficiency, not necessarily the amount that keeps you feeling strong, recovering well, or holding onto muscle as you age. Most people benefit from eating more.

The Simple Calculation

The fastest way to estimate your protein needs is to multiply your body weight in pounds by a factor that matches your lifestyle. Here’s a practical range:

  • Sedentary adults: 0.36 g per pound (0.8 g per kg)
  • Recreationally active adults: 0.5–0.7 g per pound (1.0–1.4 g per kg)
  • Endurance athletes: 0.55–0.64 g per pound (1.2–1.4 g per kg)
  • Strength and power athletes: 0.73–0.77 g per pound (1.6–1.7 g per kg)

So a 180-pound person who lifts weights three to four times a week would aim for roughly 130 to 140 grams per day. Someone at the same weight who walks for exercise and sits at a desk might need closer to 90 grams. These are estimates, not prescriptions. Your body doesn’t have a hard cutoff where protein suddenly stops being useful.

Another way to check your intake is by calories. Federal dietary guidelines set the acceptable range for protein at 10 to 35 percent of total daily calories for adults. If you eat 2,000 calories a day, that’s anywhere from 50 to 175 grams of protein. The wide range reflects how different people’s needs can be.

If You’re Trying to Lose Weight

Protein becomes even more important when you’re eating fewer calories than you burn. During a caloric deficit, your body doesn’t just tap into fat for energy. It also breaks down muscle tissue, especially if your protein intake is low. Eating enough protein is the single most effective dietary strategy for preserving lean mass while losing fat.

The recommended range for muscle preservation during weight loss is approximately 0.7 to 1.0 grams of protein per pound of body weight. That’s significantly higher than the baseline RDA. A 150-pound person cutting calories would aim for 105 to 150 grams of protein per day. Higher protein intake also helps with satiety, meaning you feel fuller between meals and are less likely to overeat.

If You’re Over 65

Aging changes the equation. After about age 50, you start losing muscle mass at a rate of roughly 1 to 2 percent per year if you don’t actively work against it. Your body also becomes less efficient at using dietary protein to build and repair muscle, a phenomenon researchers call “anabolic resistance.” The same amount of protein that maintained your muscles at 30 won’t do the job at 70.

Researchers recommend that older adults consume 1.0 to 1.2 grams of protein per kilogram of body weight, which translates to about 0.45 to 0.55 grams per pound. For a 170-pound older adult, that’s 77 to 93 grams per day. This is 25 to 50 percent more than the standard RDA, yet many older adults actually eat less protein as they age due to reduced appetite, dental issues, or changes in taste.

During Pregnancy and Breastfeeding

Protein needs rise during pregnancy, but the increase isn’t as dramatic in the first trimester as most people assume. In early pregnancy, you need only about 1 additional gram of protein per day above your normal intake. The jump comes later: roughly 9 extra grams per day in the second trimester and 28 to 31 extra grams per day in the third trimester, when fetal growth accelerates rapidly.

During breastfeeding, the additional need is about 19 grams per day in the first six months, dropping to around 13 grams per day once you introduce solid foods and nurse less frequently. Some guidelines frame this in terms of body weight rather than flat additions: protein intake should gradually increase from about 0.82 grams per kilogram at the start of pregnancy to 1.0 gram per kilogram by the end, and reach 1.1 grams per kilogram during breastfeeding.

How to Spread It Across the Day

Your body can only use so much protein at one time for building and repairing tissue. Research consistently shows that muscle-building peaks at around 30 grams of protein per meal. Eating 60 grams in a single sitting doesn’t double the effect. One large study of U.S. adults found that the benefits to leg lean mass and strength plateaued at about 45 grams of protein per meal.

This means the pattern of eating matters, not just the daily total. If your goal is 120 grams per day, you’ll get more benefit from four meals with 30 grams each than from a low-protein breakfast, a light lunch, and a 90-gram dinner. Many people load most of their protein into the evening meal. Simply redistributing some of that protein into breakfast and lunch can make a meaningful difference without changing your total intake at all.

Can You Eat Too Much?

For people with healthy kidneys, there’s no strong evidence that high-protein diets cause kidney damage. This is a persistent concern, but it originates from research on people who already have kidney disease. A recent review in the American Journal of Kidney Diseases examined studies from the past decade and found that while high-protein diets sometimes raised markers of kidney workload, the changes were not statistically significant in people with normal kidney function.

The picture is different if you already have chronic kidney disease. High protein intake can worsen progression in people with reduced kidney function, particularly when the protein comes from nondairy animal sources. If you have kidney disease or significantly reduced kidney function, your protein needs are a conversation for your nephrologist, not a general calculator.

For everyone else, the practical ceiling is less about kidney risk and more about diminishing returns. Eating 2.0 grams per kilogram or more doesn’t appear to cause harm in healthy adults, but the muscle-building benefits flatten out well below that level. Those extra calories from protein could often be better used on other nutrients your body needs.

Start with your weight and your primary goal. Multiply your weight in pounds by the factor that fits your situation: 0.36 if you’re sedentary and just want to meet minimum needs, 0.5 to 0.7 if you’re moderately active, 0.7 to 1.0 if you’re training hard or losing weight. Then spread that total across at least three meals, aiming for 25 to 40 grams per meal. Track your intake for a few days using a food diary or app to see where you actually land, because most people overestimate how much protein they eat at breakfast and lunch while underestimating dinner.
