How Much Protein Do Women Need a Day: By Life Stage

Most adult women need a minimum of 0.36 grams of protein per pound of body weight each day. For a 150-pound woman, that works out to about 54 grams. But that baseline number, known as the Recommended Dietary Allowance, is designed to prevent deficiency, not to optimize health. Depending on your age, activity level, and life stage, your actual needs may be significantly higher.

The Baseline RDA and Why It Falls Short

The standard recommendation for all adults is 0.8 grams of protein per kilogram of body weight per day, or 0.36 grams per pound. To find your minimum, multiply your weight in pounds by 0.36. A 130-pound woman lands at roughly 47 grams, while a 170-pound woman needs about 61 grams.

This number represents the floor, not the ceiling. It was set to meet the basic needs of most healthy, sedentary adults. If you exercise regularly, are trying to lose weight, are pregnant, or are over 50, your body almost certainly needs more.

How Activity Level Changes the Math

Women who exercise regularly need roughly 1.3 to 1.6 grams per kilogram of body weight daily, nearly double the RDA. Research on premenopausal female athletes found similar requirements whether the exercise was endurance-based (like running), resistance-based (like lifting weights), or intermittent (like team sports), with the range falling between about 1.3 and 1.6 g/kg/day for sessions lasting 60 to 90 minutes.

For a 140-pound woman who works out regularly, that translates to roughly 82 to 102 grams per day. If you’re only lightly active, aiming for 1.0 to 1.2 g/kg is a reasonable middle ground between the bare-minimum RDA and athletic recommendations.

Protein Needs During Pregnancy and Breastfeeding

Pregnancy increases protein requirements progressively. In the first trimester, you need only about 1 additional gram per day beyond your normal intake. By the second trimester, that jumps to around 9 extra grams. In the third trimester, the increase is substantial: roughly 28 to 31 additional grams per day, depending on the guideline you follow.

For a woman who normally needs around 55 grams, third-trimester protein needs can reach 83 to 86 grams daily. This supports fetal growth, placental development, and the expansion of your own blood volume and tissue. Protein needs during breastfeeding remain elevated as well, though the increase is smaller than in late pregnancy.

After Menopause: Why the Target Goes Up

Declining estrogen levels during and after menopause lead to less muscle tone, more abdominal fat, and a slower metabolism. Protein helps counteract all three of these changes. Mayo Clinic recommends that most postmenopausal women aim for 1.0 to 1.2 grams per kilogram daily, with the higher end for women who exercise regularly, are older, or are managing their weight.

For women over 65 specifically, researchers recommend 1.0 to 1.2 g/kg per day to prevent sarcopenia, the gradual loss of muscle mass that increases fall risk, hospitalization, and loss of independence. A 155-pound woman in this age group would target 70 to 85 grams daily. This is a meaningful jump from the 56 grams the basic RDA would suggest.

Protein for Fat Loss Without Muscle Loss

If you’re eating in a calorie deficit to lose weight, protein becomes even more important. Without enough, your body breaks down muscle along with fat, which slows your metabolism and undermines long-term results. Research on overweight premenopausal women found that combining a higher protein intake (around 1.3 g/kg/day) with aerobic and resistance exercise led to more fat loss and actual gains in lean mass compared to a lower-protein approach.

For athletes and highly active women cutting calories, the recommended range is 1.6 to 2.4 g/kg per day. Intakes above 2.4 g/kg don’t appear to offer additional muscle-sparing benefits. For most women doing moderate exercise while dieting, 1.2 to 1.6 g/kg is a practical target that balances muscle preservation with realistic eating.

How to Spread Protein Across the Day

Your body can only use so much protein for muscle building at one time. Research shows that muscle protein synthesis maxes out at roughly 30 grams of protein per meal. Eating 60 grams in one sitting doesn’t stimulate twice the muscle repair that 30 grams does. The excess gets used for energy or other bodily functions, but it won’t build extra muscle.

This means distributing your protein across three or four meals tends to be more effective than loading it into one or two. If your daily target is 90 grams, three meals with 30 grams each will do more for your muscles than a 15-gram breakfast, a 15-gram lunch, and a 60-gram dinner. For some people, the association between protein frequency and leg strength plateaued when meals contained around 45 grams, but 30 grams per meal is a solid practical starting point.

Animal vs. Plant Protein Sources

Animal proteins (meat, fish, eggs, dairy) contain all the essential amino acids your body can’t make on its own, and they’re more easily digested than most plant proteins. They’re also richer in leucine, the amino acid that plays the biggest role in triggering muscle repair. A 4-ounce serving of lean beef provides about 2.2% leucine content, compared to 1.35% in a plant-based burger of the same size.

That doesn’t mean plant protein can’t meet your needs. It just takes a bit more planning. Plant sources like beans, lentils, tofu, tempeh, and whole grains can cover your requirements when you eat a variety throughout the day. The slightly lower digestibility of plant proteins means you may want to aim for the higher end of your target range if you eat mostly or entirely plant-based.

Can You Eat Too Much Protein?

There’s no official upper limit for protein intake, but that doesn’t mean more is always better. High protein intake increases the workload on your kidneys by raising the amount of acids and waste products they need to filter. For healthy kidneys, a moderate increase above the RDA is well tolerated. But consistently very high intakes may increase inflammation and oxidative stress throughout the body.

If you have any degree of kidney disease, even mild, high protein diets can accelerate damage. Staying at or below the RDA may be appropriate in that case. For everyone else, the practical ceiling for benefits appears to be around 2.4 g/kg per day, beyond which additional protein doesn’t offer meaningful advantages for body composition or performance.
