Most healthy adults need at least 0.36 grams of protein per pound of body weight per day. For a 150-pound person, that works out to about 54 grams. For a 200-pound person, roughly 72 grams. But that baseline number is a minimum to prevent deficiency, not necessarily the amount that keeps you feeling strong, full, and healthy over time.
The Baseline: What the RDA Actually Means
The official Recommended Dietary Allowance for protein is 0.8 grams per kilogram of body weight, or 0.36 grams per pound. This number was set to meet the basic nutritional needs of most sedentary adults. It prevents protein deficiency, but it wasn’t designed to optimize muscle mass, athletic performance, or healthy aging. Think of it as the floor, not the ceiling.
To calculate your personal floor: multiply your weight in pounds by 0.36. A 130-pound person lands at about 47 grams. A 180-pound person, about 65 grams. Most people eating a typical Western diet already hit this number without trying. The more useful question is whether you’d benefit from eating more.
When You Need More Than the Minimum
Several common life situations push protein needs well above the RDA.
If you exercise regularly: People who strength train or do endurance exercise consistently benefit from roughly 0.5 to 0.7 grams per pound of body weight. For a 160-pound person, that’s 80 to 112 grams daily. This range supports muscle repair and growth beyond what the sedentary baseline provides.
If you’re trying to lose weight: Protein becomes especially important during a calorie deficit. Eating more protein helps preserve muscle while you lose fat, keeps you fuller between meals, and slightly increases the calories you burn through digestion. Aiming for at least 0.5 to 0.6 grams per pound is a reasonable target when cutting calories.
If you’re pregnant: Protein needs rise during pregnancy. UCSF Health recommends a minimum of 60 grams per day, accounting for about 20 to 25 percent of total calorie intake. This supports fetal development and the significant changes happening in your own body.
Protein Needs After 65
Older adults need more protein than younger people to maintain the same amount of muscle. The body becomes less efficient at using dietary protein as it ages, which means the standard RDA falls short. The PROT-AGE Study Group, an international panel of geriatric and nutrition researchers, recommends that adults over 65 consume 1.0 to 1.2 grams per kilogram of body weight daily. For a 160-pound person, that’s 73 to 87 grams.
The stakes are real. A chronic shortfall in protein accelerates the loss of lean body mass, raising the risk of sarcopenia (progressive muscle wasting) and osteoporosis. Maintaining adequate protein intake is one of the most practical things older adults can do to stay mobile and independent.
How to Spread Protein Across Your Day
Your body can only use so much protein at once for muscle repair. Research on meal-level protein intake found that 30 to 45 grams per meal produced the strongest association with leg muscle mass and strength. Below 30 grams, the muscle-building signal was weaker. Above about 45 grams in a single sitting, there didn’t appear to be additional benefit for muscle specifically.
This matters because many people eat very little protein at breakfast (a piece of toast, a bowl of cereal) and then load up at dinner. A more even distribution, hitting at least 30 grams at two or three meals, appears to be more effective than the same total amount crammed into one large serving. If your daily target is 90 grams, three meals of 30 grams each will likely serve you better than 15, 15, and 60.
Animal vs. Plant Protein
Animal proteins (meat, fish, eggs, dairy) contain all the essential amino acids your body can’t make on its own, and your body absorbs them more efficiently. When researchers measure a score called DIAAS, which rates how well your body can actually use the protein in a food, animal sources consistently score higher than plant sources.
That doesn’t mean plant proteins are inadequate. Legumes, tofu, tempeh, quinoa, and nuts all contribute meaningful protein. The key for people relying mostly on plants is variety. Most individual plant foods are low in at least one essential amino acid, but eating a mix of grains, legumes, and seeds throughout the day fills in the gaps. If you eat entirely plant-based, aiming slightly above your calculated target (an extra 10 to 15 percent) can compensate for the lower absorption rate.
Is Too Much Protein Harmful?
For healthy people with normal kidney function, there is no established safe upper limit for protein intake. Most research has not found kidney damage in healthy adults eating high-protein diets. However, intakes above roughly 1.5 grams per kilogram of ideal body weight daily (about 0.68 grams per pound) warrant some awareness. At these levels, a few concerns emerge in the research.
A high protein load increases blood flow through the kidneys and forces them to filter at a higher rate. In people with healthy kidneys, this appears to be a normal adaptive response. But because chronic kidney disease often develops silently, people who sustain very high protein intakes over long periods may want periodic screening to make sure kidney function remains normal.
The protein source also matters. Observational studies have linked high intake of red meat protein with greater kidney risk, while white meat, dairy, and plant-based proteins have not shown the same association. Fruit and vegetable proteins may even be protective. So a diet built around chicken, fish, eggs, legumes, and dairy is a different proposition than one heavily reliant on red and processed meats.

The “active/older adult range” reflects roughly 0.5 to 0.7 grams per pound, which covers the most common reasons people need more than the bare minimum. If you’re sedentary and under 65, the RDA minimum is likely sufficient, though eating somewhat above it still offers benefits for satiety and body composition.
