How Much Protein Do You Really Need to Gain Muscle?

Most people looking to build muscle need between 1.4 and 2.0 grams of protein per kilogram of body weight per day. For a 180-pound (82 kg) person, that works out to roughly 115 to 164 grams of protein daily. That range, established by the International Society of Sports Nutrition, covers the vast majority of people doing regular resistance training. But hitting your daily number is only part of the picture. How you spread that protein across meals, what sources you choose, and how much you eat per sitting all influence how effectively your body turns dietary protein into new muscle tissue.

Why Total Daily Intake Matters Most

Your body builds muscle by creating new muscle proteins faster than it breaks old ones down. Eating enough total protein each day keeps that balance tipped in favor of growth, provided you’re also training hard enough to signal your muscles to adapt. The baseline recommendation for sedentary adults is just 0.8 grams per kilogram of body weight, which is enough to prevent deficiency but far too low to support muscle gain.

Doubling or nearly tripling that baseline to the 1.4 to 2.0 g/kg range gives your body the raw material it needs. Where you fall within that range depends on a few things: how intensely you train, how long you’ve been lifting, and whether you’re eating enough total calories. Someone in a caloric surplus doing moderate training can often get away with the lower end. Someone training hard five or six days a week, or trying to build muscle while losing fat, will benefit from pushing closer to the upper end.

One important caveat: eating protein beyond what your body can use for muscle repair doesn’t build extra muscle. Once your needs are met, surplus protein gets burned for energy or stored as fat, just like excess calories from any other source. More is not always better.

How Much Protein Per Meal

Your body doesn’t use protein in one giant lump. It processes it meal by meal, and each meal triggers a temporary spike in muscle protein synthesis (the process of building new muscle tissue). Research consistently shows that 20 to 25 grams of high-quality protein per meal is enough to maximize that spike after exercises targeting a single muscle group, like a leg or arm workout. Eating 40 grams in that context doesn’t produce a bigger muscle-building response. The extra amino acids simply get oxidized for energy.

The exception is after a full-body resistance training session. When you’ve worked more total muscle mass, your body can put more protein to use, and the ceiling rises to around 40 grams per meal. This makes intuitive sense: more damaged muscle fibers means more raw material needed for repair.

For practical purposes, aiming for 30 to 45 grams of protein at each of your main meals covers most scenarios well. Research on body composition found that people who ate at least two meals per day containing 30 grams or more of protein had significantly greater leg lean mass and strength than those who didn’t reach that threshold at any meal. The benefits plateaued around 45 grams per meal, reinforcing the idea that there’s a ceiling to how much your muscles can use at once.

Spreading Protein Across the Day

Because each meal independently triggers muscle protein synthesis, eating your entire daily protein in one or two meals is less effective than distributing it across three or four. If you need 150 grams per day, eating 37 to 50 grams at each of three or four meals gives your body multiple opportunities to flip on the muscle-building process. Backloading all your protein into dinner while eating a low-protein breakfast and lunch leaves potential gains on the table.

This matters even more as you age. Older adults need a higher per-meal protein dose to trigger the same muscle-building response that younger people get from a smaller amount. Researchers recommend older adults aim for 1.0 to 1.2 grams per kilogram of body weight daily, spread evenly across meals, with each meal containing enough protein to cross the threshold that stimulates muscle repair.

The Leucine Threshold

Not all protein is created equal when it comes to triggering muscle growth. The amino acid leucine acts as a kind of ignition switch for muscle protein synthesis. Your body needs roughly 2 to 3 grams of leucine in a single meal to fully activate that process. For younger adults, about 2 grams is typically sufficient. Older adults appear to need closer to 3 grams to overcome their body’s reduced sensitivity to the signal.

Most animal-based protein sources contain around 8 to 10% leucine by weight, meaning 20 to 25 grams of whey protein, eggs, chicken, or beef will deliver enough leucine without any special planning. Plant-based proteins tend to have lower leucine concentrations, which is one reason they can be less effective gram-for-gram at stimulating muscle growth.

Plant Protein vs. Animal Protein

A standard 20 to 25 gram serving of plant-based protein produces a weaker muscle-building response than the same amount of animal-based protein. This gap comes down to amino acid profiles: plant proteins generally contain fewer essential amino acids, and particularly less leucine, than animal sources like whey, eggs, meat, and dairy.

That doesn’t mean you can’t build muscle on a plant-based diet. You just need to compensate. Three strategies work well: eat a larger total amount of plant protein per meal (bumping up to 35 to 40 grams instead of 25), combine different plant sources in the same meal to balance out amino acid gaps (rice and beans, for example), or add a leucine supplement. Keep in mind that getting enough protein from whole plant foods alone often means eating a greater volume of food with more total calories than you’d need from animal sources, which requires some planning.

Protein Needs During Fat Loss

Building muscle while losing fat is possible but demands more attention to protein intake. When you’re in a caloric deficit, your body is more inclined to break down muscle for energy. Higher protein intake helps counteract this. Most recommendations for people cutting calories while training suggest pushing toward the upper end of the range, around 1.8 to 2.0 g/kg of body weight per day, or even slightly above for leaner individuals who have less body fat to spare.

Strength training remains the primary signal that tells your body to preserve muscle during a deficit. Protein provides the building blocks, but without the training stimulus, extra protein alone won’t prevent muscle loss. The combination of consistent resistance training and a high-protein diet is what allows people to lose fat while holding onto, or even adding, lean mass.

Putting the Numbers Together

Here’s what a practical protein plan looks like for someone weighing 180 pounds (82 kg) and training regularly to build muscle:

But for the vast majority of lifters, consistently landing somewhere in the 1.4 to 2.0 g/kg range, distributed across several protein-rich meals, provides everything your muscles need to grow.
