For most healthy adults, protein becomes excessive at more than 2 grams per kilogram of body weight per day. That means a 150-pound person (68 kg) would cross into potentially harmful territory at around 136 grams daily. Below that threshold, most people process protein without issues. Above it, the risks start to accumulate, affecting everything from your kidneys and heart to your digestion and hydration.
The U.S. dietary guidelines set the acceptable range for protein at 10 to 35 percent of total daily calories. On a 2,000-calorie diet, that upper end works out to about 175 grams. Consistently exceeding that window is where problems begin.
What Your Body Does With Excess Protein
Your body can only use so much protein for building and repairing tissue at any given time. Research shows that roughly 30 grams of protein in a single meal is enough to maximize muscle protein synthesis. Eating more than that in one sitting doesn’t build more muscle. The surplus gets broken down by your liver, which converts the nitrogen from amino acids into urea for your kidneys to excrete.
This system works well within normal ranges. Your liver actually adapts to higher protein loads by increasing its processing capacity. In one study, when healthy adults raised their protein intake from about 1.0 to 1.6 grams per kilogram, their liver’s nitrogen clearance rose by roughly 44 percent. But there’s a ceiling to that adaptability, and people with liver disease have a significantly reduced capacity, about 60 percent less responsive than healthy individuals.
The Kidney Concern Is Real, Even in Healthy People
High protein intake forces your kidneys to work harder to filter the extra urea. For years, the conventional wisdom was that this only mattered for people with existing kidney disease. Newer evidence complicates that picture.
A large Korean study tracking over 9,200 healthy adults for up to 13 years found that those with the highest protein intake were 32 percent more likely to experience a rapid decline in kidney filtration rate compared to those eating the least protein. The high-intake group also had more than three times the odds of developing hyperfiltration, a state where the kidneys are working at an unsustainably high rate. Their kidney function declined about 50 percent faster per year than the lower-intake group.
This doesn’t mean moderate protein harms your kidneys. The differences in the study appeared when comparing the top quartile of intake to the bottom. But it does suggest that chronically high protein loads can quietly stress healthy kidneys over time.
Heart Disease Risk Rises After 55
A cohort study defining high protein as 1.8 grams per kilogram per day or more found that people at that level had a 21 percent higher risk of major cardiovascular events after adjusting for other risk factors. The association was stronger for specific outcomes: 43 percent higher risk of heart failure, 50 percent higher risk of heart attack, and 73 percent higher risk of cardiovascular death.
Age played a significant role. Among adults over 55, the cardiovascular risk from high protein intake was clear, with a 36 percent increase in major events. In adults younger than 55, the association disappeared entirely. This suggests that as the cardiovascular system ages, it becomes more vulnerable to the metabolic stress of processing large amounts of protein.
Digestive Effects You’ll Notice First
Before any long-term organ damage, you’re likely to feel the effects of too much protein in your gut. A Johns Hopkins analysis of clinical trial data found that a high-protein diet increased the prevalence of bloating by roughly 40 percent compared to a carbohydrate-rich diet with the same calorie count. The bloating rate jumped from 18 percent at baseline to 33 percent on the protein-heavy plan.
Interestingly, the researchers suggested this bloating may actually reflect a shift in gut bacteria rather than a sign of harm. But the discomfort is real, and it’s one of the most common reasons people scale back high-protein diets. High-protein diets also tend to displace fiber-rich foods, which can lead to constipation, especially when the protein comes from animal sources.
Protein Poisoning: The Extreme Scenario
There’s a rare but serious condition sometimes called “rabbit starvation” that occurs when someone eats very high amounts of protein with almost no fat or carbohydrates for an extended period. It was historically observed in people surviving on extremely lean wild game. Symptoms include nausea, headache, fatigue, weakness, diarrhea, low blood pressure, and a slow heart rate. This kicks in when protein exceeds about 35 percent of total calories with little else to balance it. On a 2,000-calorie diet, that’s more than 175 grams of protein with minimal fat and carbs.
This scenario is uncommon in modern diets, but it illustrates an important point: your body needs a balance of macronutrients. Protein alone, no matter how much you eat, cannot fuel your body properly.
Bone Health Is Less Concerning Than You’d Think
One persistent worry about high protein intake is that it leaches calcium from bones, raising the risk of osteoporosis. The mechanism sounds logical: excess protein does increase the amount of calcium excreted in urine. But the research tells a more nuanced story.
When healthy adults tripled their protein intake from 0.7 to 2.1 grams per kilogram, urinary calcium did rise, but so did calcium absorption from the gut. The two effects largely cancel each other out. A 20-year study of 191 women found no effect on calcium absorption across a wide range of protein intakes. Multiple studies have actually found a positive association between protein intake and bone mineral density. The current consensus is that moderate protein intake, roughly 1.0 to 1.5 grams per kilogram, supports normal bone metabolism and may even be protective.
How to Gauge Your Own Intake
The RDA for protein is 46 grams per day for adult women and 56 grams for adult men. These numbers represent the minimum to prevent deficiency, not an optimal target. Most nutrition experts consider 0.8 to 1.2 grams per kilogram a healthy range for sedentary to moderately active adults, with athletes and older adults often benefiting from 1.2 to 1.6 grams per kilogram to preserve muscle mass.
The trouble zone starts above 2 grams per kilogram sustained over months or years. For a practical sense of where you land:
- 150-pound person (68 kg): Over 136 g/day is considered excessive
- 180-pound person (82 kg): Over 164 g/day is considered excessive
- 200-pound person (91 kg): Over 182 g/day is considered excessive
Spreading your protein across meals matters too. Since your body maxes out muscle-building at around 30 grams per sitting, eating 90 grams of protein in three meals is more useful than eating 90 grams in one meal and very little in the other two. The excess from a single large serving gets oxidized for energy or converted to other compounds rather than building tissue.
If you’re regularly consuming protein shakes on top of already protein-rich meals, or following a carnivore or extreme low-carb diet, it’s worth tracking your intake for a few days. Most people who eat a varied diet without supplements land well within the safe range without thinking about it.
