How Much Protein Should You Eat After a Workout?

Most people benefit from 20 to 40 grams of protein after a workout, depending on age, body size, and protein source. That range is enough to kick-start muscle repair without wasting what your body can’t use for building muscle in a single sitting. But the number on its own doesn’t tell the whole story, and the details matter more than most gym advice suggests.

The 20-to-40-Gram Sweet Spot

For most adults under 60, roughly 20 grams of high-quality protein after resistance training is enough to maximize the muscle-repair process. Consuming more than 40 grams in one post-workout meal doesn’t appear to provide additional benefit for that immediate recovery period. The sweet spot for most people falls right in the middle: about 30 grams, which delivers roughly 3 grams of leucine, the specific amino acid that flips the switch on muscle building.

That leucine threshold is the real key. Until your body gets about 3 grams of it, your muscles stay in a breakdown state rather than a building state. A palm-sized chicken breast, a cup of Greek yogurt, a scoop and a half of whey protein, or three whole eggs each get you into that range. If you’re eating a mixed meal with meat, dairy, or eggs, hitting 25 to 30 grams of total protein will reliably clear the leucine threshold.

Why the “Anabolic Window” Is Overblown

You’ve probably heard you need to chug a protein shake within 30 to 60 minutes of your last set or your workout is “wasted.” That idea, the so-called anabolic window, doesn’t hold up well under scrutiny. A robust body of research now shows that consuming protein closer to your workout, versus later in the day, does not produce measurably greater gains in muscle mass or strength. When total daily protein is the same and spread relatively evenly across meals, the timing of any single dose around exercise has no detectable effect on results.

That said, eating protein within a couple of hours after training is still a reasonable habit. If you trained fasted or it’s been four or more hours since your last meal, your body is primed to use those amino acids. The point is that you don’t need to panic about a ticking clock. A post-workout meal within one to two hours is practical and effective, but eating three hours later won’t erase your progress.

Older Adults Need More Per Serving

If you’re over 60, the rules shift. Aging muscles become less responsive to protein, a phenomenon researchers call anabolic resistance. Where a younger person’s muscles max out their repair response at about 20 grams, older adults show continued benefit at 40 grams per serving. European clinical nutrition guidelines specifically recommend that older adults who exercise aim for the higher end of the post-workout range to overcome this blunted response.

Prioritizing leucine-rich sources becomes even more important with age. Choosing animal proteins, dairy, or supplementing with leucine-fortified plant blends helps ensure you cross that 3-gram leucine threshold every time you eat after training.

Plant Protein Requires a Larger Dose

Plant-based proteins work, but you typically need more total grams to match the muscle-building signal of animal sources. In one clinical trial, plant protein blends needed 33 to 34 grams of total protein to deliver the same amount of leucine and essential amino acids found in just 24 grams of whey. Even when leucine content was matched on paper, whey produced significantly higher peak levels of leucine and essential amino acids in the bloodstream over four hours.

If you eat mostly or entirely plant-based, aiming for 35 to 40 grams of protein after a workout is a smart adjustment. Combining sources (rice and pea protein, for example, or beans with grains) improves your amino acid profile. You’re not at a disadvantage for building muscle on plants, but you do need a bit more volume to get there.

Daily Total Matters More Than Any Single Meal

The single most important factor for muscle growth and recovery isn’t what you eat right after your workout. It’s how much protein you eat across the entire day. Sports nutrition guidelines recommend 1.2 to 1.7 grams of protein per kilogram of body weight daily for people who exercise regularly. For a 155-pound (70 kg) person, that’s roughly 84 to 119 grams spread across the day. For a 200-pound (91 kg) person, it’s about 109 to 155 grams.

Distributing that total across three to four meals with at least 20 to 30 grams each gives your muscles repeated opportunities to switch on repair throughout the day. Eating 80 grams at dinner and almost nothing at breakfast is less effective than splitting the same total more evenly, even if the numbers add up the same by bedtime.

Practical Post-Workout Portions

Knowing the gram targets is useful, but translating them into real food is what actually changes behavior. Here’s what 30 grams of protein looks like in common foods:

  • Chicken breast: about 4 ounces (a piece roughly the size of a deck of cards)
  • Greek yogurt: roughly 1.5 cups of plain, nonfat
  • Eggs: 4 to 5 whole eggs, or 3 eggs plus a glass of milk
  • Whey protein: one standard scoop (most brands deliver 24 to 30 grams)
  • Canned tuna: one 5-ounce can
  • Tofu and rice: about 14 ounces of firm tofu with a cup of cooked rice (closer to 35 grams to account for lower leucine availability)

You don’t need a specialized supplement. A normal meal built around a solid protein source, eaten within a reasonable window after training, checks every box. If convenience matters, a shake works. If you’d rather sit down to chicken and vegetables an hour later, that works too. Hit 20 to 40 grams, get your leucine, and make sure your daily total is on target. Everything else is fine-tuning.
