More salt is not better. Research on pre-exercise sodium loading shows that when concentration climbs above a certain threshold (roughly equivalent to a very salty solution), blood becomes too concentrated. This actually raises core temperature back to dehydration-like levels, canceling out the cooling benefits you were trying to get. The ideal concentration in a pre-workout drink is roughly double what you lose in sweat, not ten times more.
For context, the average person loses about 400 to 700 milligrams of sodium per liter of sweat, depending on the season and individual variation. People who are heat-acclimatized (training regularly in warm conditions) tend to lose less sodium per liter, closer to the lower end. Those who train primarily in cool environments or who aren’t well-acclimatized lose more. Starting with 300 to 500 milligrams of sodium in 16 to 20 ounces of water before your workout puts you in a reasonable range without overshooting.
Practical Ways to Get It
A quarter teaspoon of table salt contains about 575 milligrams of sodium. That’s the simplest and cheapest option: stir a quarter teaspoon (or slightly less) into a glass of water and drink it 15 to 30 minutes before training. Some people find this unpleasantly salty. Adding a squeeze of lemon or mixing it into a sports drink can help.
Pre-workout electrolyte packets and salt capsules are popular alternatives. Most electrolyte packets contain 200 to 1,000 milligrams of sodium per serving, so check the label rather than assuming they’re all equivalent. Salt capsules typically come in 200- to 250-milligram doses, making it easy to dial in a specific amount. None of these options are inherently better than plain salt in water. They’re just more convenient or palatable for some people.
Who Benefits Most
Pre-workout sodium loading matters most for endurance athletes: runners, cyclists, triathletes, and anyone training for 90 minutes or longer, especially in heat. The combination of sustained sweating and elevated core temperature is exactly where expanded plasma volume pays off. Team sport athletes who play in hot conditions (soccer, football, rugby) also fall into this category.
For strength training or shorter gym sessions under 60 minutes, the evidence is much thinner. Many lifters report that sodium before training gives them a better pump and improved vascularity, which makes physiological sense since more plasma volume means more blood flowing to muscles. But controlled studies confirming performance benefits for resistance exercise specifically are lacking. If your session is a 45-minute lift in an air-conditioned gym, pre-workout sodium isn’t going to make or break your workout. It’s unlikely to hurt in moderate amounts, but the performance case is strongest for longer, sweatier efforts.
Timing and Hydration Together
Sodium without adequate water defeats the purpose. The goal is to start your workout well-hydrated with normal electrolyte levels, not to spike your sodium while underhydrated. Drink your salted water slowly over 15 to 30 minutes rather than slamming it right before you start, which can cause bloating or stomach discomfort.
If you’re exercising for more than an hour, you’ll also want sodium during the session, not just before it. A sports drink or additional salt in your water bottle keeps plasma volume topped up as you sweat. For shorter sessions, the pre-workout dose is generally sufficient on its own.
