Most adults need at least 7 hours of sleep per night, with the sweet spot falling between 7 and 9 hours. That range isn’t arbitrary. It’s based on large-scale health data showing that people who consistently sleep less than 7 hours face higher rates of cardiovascular disease, weight gain, and impaired cognitive function. But your exact number within that range depends on your age, your genetics, and how physically demanding your life is.
Recommended Sleep by Age
Sleep needs shift dramatically across a lifetime. Newborns (0 to 3 months) need 14 to 17 hours per day. Infants need 12 to 16 hours including naps, and toddlers need 11 to 14. By school age (6 to 12 years), the range narrows to 9 to 12 hours, and teenagers need 8 to 10.

Why “I’m Fine on 5 Hours” Is Almost Always Wrong
Some people genuinely believe they’ve adapted to short sleep. The science says otherwise for the vast majority. Researchers at UCSF identified specific gene mutations (in genes called DEC2 and ADRB1) that allow certain people to function well on about 6.25 hours per night, compared to the 8.06 hours averaged by people without those mutations. These natural short sleepers are exceptionally rare. If you haven’t been genetically tested and confirmed as one of them, the odds are overwhelming that sleeping under 7 hours is costing you more than you realize.
One reason people misjudge their own needs is that chronic sleep deprivation blunts your awareness of how impaired you actually are. You stop noticing the fog because it becomes your baseline. A landmark study in occupational medicine found that after just 17 to 19 hours of continuous wakefulness (a normal long day for many people), cognitive and motor performance dropped to levels equivalent to a blood alcohol concentration of 0.05%. Stay awake a bit longer and performance matched a BAC of 0.1%, which is above the legal driving limit in every U.S. state. Vigilance and reaction time were the first abilities to deteriorate.
What Happens When You Consistently Sleep Too Little
A single bad night makes you groggy. Weeks or months of insufficient sleep raise your risk of serious chronic disease. A systematic meta-analysis found that sleep deprivation was associated with a 9% increased risk of cardiovascular disease. That may sound modest as a single statistic, but it compounds over years and layers on top of other risk factors like diet and inactivity.
Short sleep also disrupts how your body processes sugar. In a controlled study funded by the NIH, participants restricted to 5 hours of sleep per night gained an average of about 3 pounds and experienced a 27% decrease in insulin sensitivity, a key marker of diabetes risk. They also shifted toward late-night snacking, a pattern linked to further metabolic problems. The damage extended beyond weight gain into how the liver and muscles responded to insulin, changes that set the stage for type 2 diabetes over time.
Weekend Catch-Up Sleep Doesn’t Fix It
If your plan is to scrimp on sleep during the week and make it up on Saturday and Sunday, the research is not encouraging. The same NIH study tested exactly this strategy. One group slept only 5 hours per night for five days, then got two days of unrestricted sleep before returning to deprivation. The result: weekend recovery sleep provided no metabolic benefit over continuous sleep deprivation. Participants managed to get only about 3 extra hours of sleep across the entire two-night recovery window.
Worse, the extra weekend sleep actually disrupted their body clocks. When they returned to restricted sleep on Monday, they were more likely to wake during times when their natural rhythm was still promoting sleep. They also immediately reverted to late-night snacking. In other words, the weekend reset didn’t reset anything. Consistent nightly sleep is the only reliable strategy.
Sleep Quality Matters, Not Just Hours
Spending 8 hours in bed doesn’t guarantee 8 hours of sleep. Sleep efficiency, the percentage of time in bed that you’re actually asleep, is a useful way to gauge quality. A healthy sleep efficiency for adults is about 85 to 90%. If you’re in bed for 8 hours but only sleeping 6.5 of them, you’re falling short even though your schedule looks fine on paper.
What you do during those sleeping hours also matters. Adults should spend roughly 20% of their total sleep in deep sleep, the most physically restorative stage. For an 8-hour night, that works out to about 60 to 100 minutes. Deep sleep is when your body repairs tissue, strengthens the immune system, and consolidates certain types of memory. You can’t consciously control how much deep sleep you get, but factors like alcohol, caffeine late in the day, and an inconsistent bedtime all reduce it.
Athletes and Active People Need More
If you exercise intensely or have a physically demanding job, the standard 7-to-9-hour range may not be enough. Research published in the British Journal of Sports Medicine found that elite athletes are especially prone to short and fragmented sleep, yet their bodies need more recovery time, not less. A study of trained endurance athletes showed better performance after three consecutive nights of about 8.4 hours of sleep compared to their usual 6.8 hours, leading researchers to recommend that endurance athletes aim for more than 8 hours per night.
Sleep experts now advise against a one-size-fits-all recommendation for athletes. The amount you need increases with training load, and teenagers in competitive sports may need closer to 9 or 10 hours. Even if you’re not an elite athlete, regular intense exercise is a signal that your body has more repair work to do overnight.
How to Find Your Personal Number
Harvard Medical School recommends a simple two-week experiment. During a stretch when you have a flexible schedule, pick a consistent bedtime every night and stop using an alarm clock. For the first few days, you’ll likely sleep longer than usual as your body pays off accumulated sleep debt. After about a week, you’ll settle into a natural pattern, waking up at roughly the same time each morning without an alarm. That stabilized duration is your biological sleep need, and it will almost certainly land somewhere between 7 and 9 hours.
If a two-week experiment isn’t realistic, pay attention to simpler signals. Do you need caffeine to feel alert before noon? Do you fall asleep within minutes of your head hitting the pillow? (That’s actually a sign of deprivation, not good sleep ability.) Do you sleep significantly longer on weekends than weekdays? A difference of more than an hour suggests your weeknight sleep is falling short of what your body actually requires.
