How Much Sleep Does a Human Need to Stay Healthy

Most adults need at least 7 hours of sleep per night. That number shifts across your lifespan, from roughly 16 hours for a newborn down to 7 or 8 hours for someone over 65. But the short answer for the vast majority of adults between 18 and 60 is straightforward: 7 hours is the floor, and consistently falling below it carries real, measurable health consequences.

Recommended Sleep by Age

The CDC breaks sleep needs into nine age categories. For children, these totals include naps:

  • Newborns (0–3 months): 14–17 hours
  • Infants (4–12 months): 12–16 hours
  • Toddlers (1–2 years): 11–14 hours
  • Preschoolers (3–5 years): 10–13 hours
  • School-age children (6–12 years): 9–12 hours
  • Teens (13–17 years): 8–10 hours
  • Adults (18–60 years): 7 or more hours
  • Adults (61–64 years): 7–9 hours
  • Older adults (65+): 7–8 hours

Notice that children’s ranges are wide. A 6-year-old who sleeps 9 hours and one who sleeps 12 can both be perfectly healthy. The same flexibility applies to teens: an 8-hour night and a 10-hour night are equally within range. By adulthood, though, the window narrows. Seven hours is the minimum, and most people do best somewhere between 7 and 9.

Too Little and Too Much Both Raise Risks

Sleep duration and mortality follow a U-shaped curve. A large meta-analysis published in the Journal of the American Heart Association found that 7 hours sits at the lowest-risk point. For every hour below 7, the risk of dying from any cause rose by about 6%. For every hour above 7, it rose by 13%. At the extremes, the numbers are striking: people averaging just 3 hours had a 12% higher mortality risk, while those sleeping 10 hours had a 32% increase, and 11 hours jumped to 53%.

That doesn’t mean long sleep directly causes harm. People who sleep 10 or 11 hours often do so because of an underlying condition like depression, chronic pain, or sleep apnea that fragments their rest. Still, the pattern is consistent enough that routinely needing far more than 9 hours is worth paying attention to.

What Happens to Your Body on Short Sleep

Sleeping fewer than 6 hours per night is associated with a 36% to 66% increased risk of developing high blood pressure. That alone puts short sleepers at higher risk for heart disease and stroke over time.

Hormones shift quickly, too. A Stanford study found that people who consistently slept 5 hours (compared with 8) had a 14.9% increase in the hormone that drives hunger and a 15.5% decrease in the hormone that signals fullness. That combination makes overeating feel almost involuntary, which helps explain the strong link between chronic sleep loss and weight gain.

How Sleep Loss Impairs Thinking

Your brain on too little sleep behaves a lot like your brain on alcohol. Staying awake for 17 hours straight produces cognitive impairment equivalent to a blood alcohol concentration of 0.05%, which is the legal limit in many countries. At 24 hours without sleep, impairment matches a BAC of 0.10%, well above the legal driving limit in the United States. Reaction time, judgment, and attention all degrade in similar ways.

Chronic sleep restriction, the kind most people experience (shaving an hour or two each night rather than pulling all-nighters), is subtler but just as damaging. One study found that after 10 nights of restricted sleep, cognitive performance dropped significantly. Participants were then given a full week to sleep as much as they wanted, and their brain function improved but never fully returned to baseline. It can take up to four days to recover from just one hour of lost sleep, and up to nine days to fully eliminate a built-up sleep debt. The practical takeaway: you can’t reliably “catch up” on weekends if you’re shortchanging yourself all week.

Why Deep Sleep Matters Most

Not all sleep is equal. Your brain cycles through stages roughly every 80 to 100 minutes, alternating between lighter sleep, deep sleep, and REM (dreaming) sleep. Each stage serves different purposes, but deep sleep is when the brain’s waste-clearance system is most active.

During deep sleep, cerebrospinal fluid flows through small channels between blood vessels and washes through brain tissue, flushing out metabolic waste products that accumulate during waking hours. The fluid moves in rhythm with your heartbeat and breathing, creating small waves that carry debris away. This cleanup process is one reason why hitting the 7-hour mark matters: shorter sleep means fewer complete cycles and less time in the deep-sleep phases where this flushing is most efficient. As people age, they naturally spend less time in deep sleep, which may partly explain why sleep quality tends to decline in older adults even when total hours stay the same.

Sleep Efficiency: A Better Measure Than Hours Alone

Spending 8 hours in bed doesn’t guarantee 8 hours of sleep. Sleep efficiency, the percentage of time in bed that you’re actually asleep, is a useful way to gauge quality. A healthy sleep efficiency falls between 85% and 90%. If you’re in bed for 8 hours but only sleeping 6.5 of them (about 81%), your effective rest is well below the recommended range even though your time in bed looks fine.

Efficiency above 90% can also signal a problem. It sometimes indicates that you’re so sleep-deprived your body falls asleep the instant you lie down and stays unconscious the entire time, leaving no natural brief awakenings. A small amount of wakefulness during the night (a few minutes here and there) is normal and healthy.

If you suspect your sleep hours are adequate but you still feel exhausted, tracking how long you actually sleep versus how long you spend in bed can reveal a gap. Frequent long stretches of wakefulness in the middle of the night, taking more than 30 minutes to fall asleep, or waking up far earlier than intended all chip away at efficiency and leave you functionally under-slept.
