How Much Sleep Should a 13-Year-Old Girl Get?

A 13-year-old girl needs 8 to 10 hours of sleep every night. That recommendation comes from the American Academy of Sleep Medicine and is endorsed by both the CDC and the National Sleep Foundation. Most teens fall short: about 6 out of 10 middle schoolers and 7 out of 10 high schoolers don’t get enough sleep on school nights.

Why 8 to 10 Hours Matters at 13

At 13, the body is in the middle of one of its most intense growth periods. During deep sleep, the brain triggers a surge of growth hormone, the signal that drives bone growth, muscle development, and tissue repair. This hormone release is tightly linked to the deepest stage of sleep, peaking shortly after a person first falls asleep. Cutting sleep short means cutting into the time the body uses to physically grow.

Sleep also plays a direct role in how the brain reorganizes itself during puberty. The adolescent brain is actively pruning old neural connections and strengthening new ones, a process that happens most efficiently during sleep. Memory consolidation, learning, and the ability to focus in school all depend on getting enough hours.

The Puberty Sleep Shift

One of the trickiest things about sleep at 13 is that biology starts working against an early bedtime. During puberty, the brain’s internal clock shifts later. Melatonin, the hormone that signals it’s time to sleep, gets released later in the evening than it did in childhood. This is why a 13-year-old who used to fall asleep easily at 9 p.m. may now lie awake until 10:30 or 11, even when she’s tired during the day.

This shift is not laziness or defiance. It’s a measurable biological change. The problem is that school start times don’t shift along with it, so teens end up losing sleep on the front end of the night while still needing to wake up early. If your daughter’s school starts at 7:30 or 8 a.m., she likely needs to be asleep by 10 p.m. at the latest to hit 8 hours, and closer to 9:30 p.m. for 10 hours.

How Periods Can Disrupt Sleep

For girls who have started menstruating, hormonal fluctuations can make consistent sleep harder to get. Progesterone and estrogen both influence the body’s circadian system directly, and sleep disturbances tend to increase during the luteal phase (the roughly two weeks between ovulation and the start of a period). About 80% of women report at least one physical or mood-related symptom during this phase, and many of those symptoms interfere with sleep.

Girls who experience painful periods or significant premenstrual symptoms tend to have noticeably lower sleep quality and sleep efficiency. This doesn’t mean they need fewer hours. If anything, it means building in a little extra time in bed during those weeks can help compensate for lighter, more disrupted sleep.

Sleep Loss Hits Girls’ Moods Harder

Sleep deprivation worsens every measurable mood state in adolescents, including anger, anxiety, confusion, and fatigue. But research on healthy teens found that girls showed a greater vulnerability to these effects than boys. After sleep loss, girls experienced more depressed mood and higher anxiety than their male peers. Confusion also increased more sharply for girls.

This matters because 13 is already a period of significant emotional change. Poor sleep doesn’t just make a teen grumpy. It actively undermines her ability to regulate emotions, cope with stress, and maintain stable moods throughout the day. Sleep problems are so closely linked to depression in adolescents that they’re considered one of the diagnostic criteria for major depressive disorder.

Screens and the Melatonin Problem

The light from phone, tablet, and laptop screens actively suppresses melatonin in the evening. For a teen whose melatonin release is already delayed by puberty, screen use before bed pushes the window even later. Research on male teenagers found that blocking the blue light from LED screens led to significantly higher melatonin levels starting about 90 minutes before sleep, along with less alertness at bedtime. That 90-minute window is a useful benchmark: putting screens away at least an hour and a half before the target bedtime gives the brain a realistic chance to start its sleep process.

If a full 90-minute screen-free window feels impossible, even 30 to 60 minutes helps. Switching devices to a warm-toned night mode reduces blue light exposure, though it doesn’t eliminate the stimulating effect of scrolling social media or watching videos.

Building a Realistic Sleep Schedule

Start with the wake-up time and count backward. If your daughter needs to be up at 6:30 a.m. for school, she needs to be asleep (not just in bed) by 10:30 at the absolute latest, and ideally by 8:30 for the full 10 hours. Most families land somewhere in the middle, aiming for lights-out around 9:30 to 10 p.m.

A few strategies that work with the biological reality of a 13-year-old’s shifted clock:

  • Consistent weekend timing. Sleeping in more than an hour or two past the weekday wake time makes it harder to fall asleep Sunday night, creating a cycle of Monday sleep debt.
  • Morning light exposure. Bright light in the first 30 minutes after waking helps anchor the circadian clock earlier, making it easier to feel sleepy at a reasonable hour that night.
  • A wind-down buffer. The 60 to 90 minutes before bed should shift from stimulating activity to quieter ones: reading, stretching, a warm shower. This gives the delayed melatonin signal time to build.
  • A cool, dark room. The body’s core temperature needs to drop slightly to initiate sleep. A bedroom around 65 to 68°F and as dark as possible supports this.

Weeknight sleep debt is common at this age, and occasional short nights are normal. The pattern matters more than any single night. If your daughter is consistently getting under 8 hours, is difficult to wake in the morning, or is noticeably irritable or unfocused during the day, those are signs she’s running a meaningful sleep deficit.
