Most adult men need 600 IU (15 mcg) of vitamin D per day, rising to 800 IU (20 mcg) after age 70. These are the Recommended Dietary Allowances set by the National Institutes of Health, designed to meet the needs of roughly 97.5% of healthy people. In practice, many men end up needing more based on their lifestyle, skin tone, and how much time they spend outdoors.
Daily Recommendations by Age
The RDA stays consistent across most of adulthood:
- Ages 19 to 50: 600 IU (15 mcg)
- Ages 51 to 70: 600 IU (15 mcg)
- Over 70: 800 IU (20 mcg)
The bump at 70 reflects the fact that aging skin produces vitamin D less efficiently from sunlight, and kidneys become slower at converting it into its active form. The tolerable upper intake level for adults is 4,000 IU per day. Going above that without medical supervision raises the risk of calcium building up in the blood, which can cause nausea, kidney stones, and in severe cases, kidney damage.
Why Many Men Fall Short
Vitamin D is unusual among nutrients because your body can manufacture it when ultraviolet B rays hit bare skin. Exposing your arms and legs to midday sun (between 10 a.m. and 3 p.m.) for 5 to 30 minutes, twice a week, can be enough to meet your needs. But several factors make this unreliable for a large number of men.
Geography matters enormously. If you live at or above 40 degrees north latitude (roughly the line running through Boston, Madrid, or Beijing), there isn’t enough UVB radiation between November and early March to produce meaningful vitamin D. Move another ten degrees north, to cities like Edmonton or London, and that “vitamin D winter” stretches from October through April.
Skin tone plays an equally large role. Darker skin contains more melanin, which acts as a natural sunscreen. Men with dark skin can need up to ten times longer sun exposure to produce the same amount of vitamin D as men with fair skin. Office workers, night-shift employees, and anyone who covers most of their skin outdoors face similar challenges regardless of complexion.
Blood Levels and What They Mean
A simple blood test measuring 25-hydroxyvitamin D tells you where you actually stand. The widely used thresholds are:
- Below 12 ng/mL (30 nmol/L): Deficient. Associated with bone loss, muscle weakness, and increased fracture risk.
- 12 to 20 ng/mL (30 to 50 nmol/L): Insufficient. Not low enough for obvious symptoms but not enough for optimal bone and muscle health.
- 20 ng/mL (50 nmol/L) and above: Sufficient for most people.
Some researchers and clinicians argue the target should be 30 ng/mL or higher, but the evidence supporting benefits above 20 ng/mL for the general population remains debated. If your levels come back low, a doctor may temporarily prescribe doses well above 600 IU to bring them up, then taper to a maintenance dose.
Vitamin D and Testosterone
One reason men specifically search for vitamin D advice is the link to testosterone. A meta-analysis of 15 trials found that vitamin D supplementation did significantly raise total testosterone levels. The effect was most notable when men supplemented for longer than 12 weeks and at doses above 4,000 IU per day. At lower doses or shorter durations, the testosterone increase wasn’t statistically meaningful.
That said, the picture is more limited than supplement marketing suggests. The same analysis found no significant effect on free testosterone, the form your body actually uses most readily. Other reproductive hormones, including estradiol and luteinizing hormone, also showed no meaningful change with supplementation. So while correcting a genuine vitamin D deficiency may support healthy testosterone levels, megadosing vitamin D isn’t a reliable testosterone booster for men who are already sufficient.
Vitamin D and Muscle Strength
Severe vitamin D deficiency clearly causes muscle weakness, particularly in older adults, and correcting it improves function. For younger, physically active men, the evidence is less convincing. One study found that seven months of 1,200 IU daily during winter had no effect on grip strength in young, active men. If you’re already at a healthy blood level, extra vitamin D is unlikely to give you a performance edge in the gym. If you’re deficient, fixing it can meaningfully reduce fatigue and improve the way your muscles respond to training.
Food Sources Worth Knowing
Very few foods contain vitamin D naturally, which is part of the reason deficiency is so common. The richest sources are fatty fish: a 3-ounce serving of trout or salmon provides roughly 600 IU, essentially a full day’s requirement in one portion. Canned tuna offers about 230 IU per 3-ounce serving. A single egg yolk contains around 40 IU, so eggs alone won’t get you there.
Fortified foods fill some of the gap. A cup of fortified milk or plant-based milk alternative typically provides about 120 IU. Fortified cereals add another 80 IU per serving. Most men eating a typical Western diet get somewhere between 200 and 400 IU from food alone, which is why supplementation or deliberate sun exposure matters for reaching the full 600 IU target.
Getting the Most From a Supplement
Vitamin D is fat-soluble, meaning your body absorbs it much more effectively when you take it alongside a meal that contains some fat. Taking a supplement on an empty stomach can significantly reduce how much you actually absorb. You don’t need a high-fat meal. A normal breakfast with eggs, some avocado, or even a glass of whole milk is enough to make a difference.
Vitamin D3 (cholecalciferol) is generally preferred over D2 (ergocalciferol) because D3 raises and sustains blood levels more effectively. Most over-the-counter supplements for men come in doses of 1,000 to 2,000 IU, which is well within the safe range and accounts for the reality that most people don’t get the full 600 IU from food and sunlight combined. If you eat fatty fish regularly and get moderate sun exposure during warmer months, a 1,000 IU supplement is a reasonable choice. If you rarely see sunlight, have dark skin, or live in a northern climate, 2,000 IU daily is a common and safe approach that keeps most men comfortably above the sufficiency threshold without approaching the 4,000 IU upper limit.
