How Much Water Do You Actually Need to Drink?

Most healthy adults need roughly 11.5 to 15.5 cups (2.7 to 3.7 liters) of total fluid per day, with women at the lower end and men at the higher end. That number includes everything you drink and the water in your food, so the amount you actually need to pour into a glass is lower than it sounds. Your real target depends on your body size, activity level, climate, and age.

The 8 Glasses Rule Is a Myth

The advice to drink eight 8-ounce glasses of water a day is one of the most repeated health recommendations in existence, and it has essentially no scientific backing. A review published in the American Journal of Physiology searched for the origin of this guideline and found no peer-reviewed evidence supporting it. Surveys of fluid intake in healthy adults consistently showed that such large fixed amounts aren’t necessary for everyone. The researcher, Heinz Valtin at Dartmouth, was careful to note his conclusion applied to healthy adults in temperate climates living mostly sedentary lives, which is exactly the population the “8 glasses” rule claims to cover.

That doesn’t mean 8 glasses is wrong for you. It might be close to what you need, or it might be too little or too much. The point is that a single number can’t account for a 120-pound woman working a desk job and a 220-pound man doing construction in the heat.

A Better Way to Estimate Your Needs

A simple body-weight formula gives you a more personalized starting point: multiply your weight in pounds by 0.67. The result is your baseline daily water intake in ounces. A 150-pound person, for example, would aim for about 100 ounces (roughly 3 liters). A 200-pound person would need closer to 134 ounces (about 4 liters).

Keep in mind that roughly 20% of your daily water comes from food, especially fruits, vegetables, soups, and yogurt. So if your formula says 100 ounces, you likely need to drink around 80 ounces from beverages. Coffee, tea, milk, and juice all count toward your total. The old idea that caffeine dehydrates you enough to cancel out the water in coffee has been largely debunked at moderate intake levels.

Adjustments for Exercise

Physical activity increases your fluid needs substantially, and the best way to gauge how much extra you need is surprisingly low-tech: weigh yourself before and after a workout. For every pound you lose during exercise, drink 16 to 24 ounces of fluid afterward to replenish what you sweated out.

During exercise, drink according to your thirst rather than forcing fluid on a rigid schedule. This is a shift from older advice that told athletes to drink ahead of thirst. Current guidelines from the American College of Sports Medicine recommend against drinking more than about 800 milliliters (27 ounces) per hour during exercise, because overconsumption can actually become dangerous. Drinking more than 1.5 liters per hour during prolonged exercise is a risk factor for a condition called hyponatremia, where your blood sodium drops to dangerously low levels.

If you’re exercising for more than an hour, especially in heat, a sports drink with electrolytes can help replace the sodium you lose in sweat. For shorter workouts, plain water is fine.

Heat, Altitude, and Climate

Hot weather increases your fluid needs regardless of how active you are. You lose more water through sweat and through breathing in dry or hot air, and your body may not always signal thirst quickly enough to keep up. If you’re spending time outdoors on a hot day, increase your intake beyond your normal baseline and don’t wait until you feel thirsty to start drinking.

High altitude has a similar effect. You breathe faster and lose more moisture through respiration in thinner air, and your kidneys also produce more urine as your body adjusts. If you’re traveling to the mountains or living above 5,000 feet, plan on drinking more than you would at sea level, particularly during the first few days of acclimatization.

Why Older Adults Need to Pay Extra Attention

As you age, your body becomes less reliable at telling you when you need water. The thirst signals triggered by dehydration, low blood volume, and high blood concentration all weaken with age. This isn’t subtle: studies have consistently documented reduced thirst responses in older adults across multiple types of dehydration stimuli. The changes are driven by shifts in hormone systems that regulate fluid balance, including reduced activity in the system that normally triggers thirst and increased levels of hormones that promote sodium and water loss.

The practical consequence is serious. During heat waves, significant illness and death occur in elderly populations specifically because of dehydration. If you’re over 65, or caring for someone who is, building water intake into a daily routine (rather than relying on thirst) becomes genuinely important. Setting regular reminders or pairing drinking with meals and medications can help.

How to Tell If You’re Drinking Enough

Your urine color is the simplest real-time hydration monitor you have. Pale, light yellow urine with little odor means you’re well hydrated. Slightly darker yellow means you need more water. Medium to dark yellow urine, especially if it’s strong-smelling and low in volume, signals meaningful dehydration. Very dark urine that looks closer to amber is a sign you’re significantly behind on fluids.

A few caveats: B vitamins (common in multivitamins) turn urine bright yellow regardless of hydration. Some medications and foods like beets can also change urine color. First-morning urine is normally darker because you haven’t had fluids overnight, so judge your hydration by what you see later in the day.

Other signs of mild dehydration include headaches, fatigue, difficulty concentrating, and dry mouth. By the time you notice these symptoms, you’re already behind, so checking urine color throughout the day is a more proactive approach.

Can You Drink Too Much Water?

Yes. Your kidneys can process a remarkably large volume of fluid, up to 12 to 18 liters per day in a healthy person eating a normal diet. But that capacity depends on how much solute (salt, protein, and other dissolved substances) your diet provides. A person on a very low-solute diet, such as someone consuming mostly beer or very little food, can overwhelm their kidneys with as little as 4.5 liters of fluid per day.

The danger is hyponatremia: your blood sodium concentration drops because you’ve diluted it with too much water. Symptoms range from nausea and headache to confusion, seizures, and in extreme cases, death. This is rare in everyday life but does occur in endurance athletes who drink excessively during long events, and occasionally in people who drink large volumes of water rapidly as part of a challenge or contest. As a general rule, spreading your intake across the day and drinking to thirst keeps you well within safe territory.
