Most adults need about 11.5 to 15.5 cups of total water per day. The National Academies of Sciences, Engineering, and Medicine sets the baseline at 3.7 liters (about 131 ounces) for men and 2.7 liters (about 95 ounces) for women. That number includes everything: plain water, other beverages, and the water naturally present in food.
If you’ve heard you need exactly eight glasses a day, that figure has surprisingly little behind it. Your actual needs depend on your size, activity level, climate, and life stage.
Where the “8 Glasses a Day” Rule Came From
The idea that everyone should drink eight 8-ounce glasses of water daily is one of the most repeated pieces of health advice in existence, yet no one can pin down solid scientific evidence for it. A thorough review published in the American Journal of Physiology traced the rule to two possible sources. One is a 1974 nutrition book whose authors casually suggested “6 to 8 glasses per 24 hours,” counting coffee, tea, milk, and even beer. The other is a 1945 government recommendation that adults consume about 2.5 liters of water daily, with the critical caveat that “most of this quantity is contained in prepared foods.” That last sentence appears to have been widely ignored, turning a reasonable observation into a rigid drinking prescription.
Surveys of thousands of healthy adults suggest most people don’t actually drink eight full glasses of plain water a day, and they’re fine. The rule isn’t dangerous, but it’s not a scientific target either. Your body is quite good at telling you when it needs fluid, at least until older age.
What Counts Toward Your Daily Total
About 20% of your daily water intake typically comes from food, according to the Academy of Nutrition and Dietetics. Fruits, vegetables, soups, yogurt, and cooked grains all contain significant water. A cup of watermelon or cucumber is almost entirely water by weight.
Beverages beyond plain water count too. Coffee, tea, juice, milk, and sparkling water all contribute to your fluid balance. Caffeine has a mild diuretic effect, but research confirms that caffeinated drinks still result in a net gain of fluid. Even mild alcoholic beverages like beer contribute in moderation, though stronger alcohol is a less reliable source.
So if the recommendation for women is 2.7 liters total and roughly 20% comes from food, that leaves about 2.2 liters (around 9 cups) from beverages. For men, it works out to about 3 liters (around 13 cups) from drinks of all kinds.
When You Need More
The baseline recommendations assume a temperate climate and a mostly sedentary lifestyle. Several situations push your needs higher.
- Exercise: During intense activity, the American College of Sports Medicine recommends drinking 600 to 1,200 milliliters per hour (roughly 20 to 40 ounces) to replace sweat losses. The exact amount varies by person, and weighing yourself before and after a workout gives a practical measure of how much fluid you lost.
- Heat and humidity: Hot weather increases sweat output even without exercise. If you’re spending time outdoors in summer, your fluid needs can climb well above the baseline.
- Pregnancy and breastfeeding: Producing breast milk requires extra fluid. A practical approach is to drink a glass of water at each meal and every time you nurse. Pregnant individuals also need modestly more fluid to support increased blood volume.
- Illness: Fever, vomiting, and diarrhea all accelerate fluid loss. Rehydration during these episodes matters more than hitting a daily number.
How Children’s Needs Differ
Young children need far less water than adults, and their recommendations increase gradually with age. For babies between 6 and 12 months, 4 to 8 ounces of water per day is sufficient (breast milk or formula provides the rest). Toddlers aged 1 to 2 need 8 to 32 ounces daily, and children between 2 and 5 need 8 to 40 ounces. These ranges are wide because body size, activity, and diet vary so much at these ages.
Children under 6 months who are exclusively breastfed or formula-fed don’t need additional water at all. Their milk provides everything they need.
Why Older Adults Face Higher Risk
As people age, the brain’s thirst signaling becomes less reliable. Research shows that older adults consistently experience a blunted thirst response when their bodies actually need fluid. This isn’t just a mild dulling of sensation. The underlying hormonal systems that regulate fluid balance shift with age, including reduced activity in the system that normally triggers thirst and changes in hormones that control how the kidneys handle water and sodium.
The practical result is that older adults can become meaningfully dehydrated without feeling particularly thirsty. During heat waves, this contributes to significant illness and death in elderly populations. If you’re over 65, or caring for someone who is, proactive drinking on a schedule (rather than waiting for thirst) is a simple but important habit.
How to Tell If You’re Drinking Enough
Urine color is the most practical day-to-day indicator. Pale yellow, like light straw, signals good hydration. Dark yellow or amber means you need more fluid. Clear and colorless usually means you’ve had more than enough.
Skin turgor offers another clue. If you pinch the skin on your forearm or abdomen and it snaps back quickly, you’re well hydrated. Skin that’s slow to return to its normal position suggests fluid loss. In mild dehydration (around 5% of body weight lost as fluid), the skin returns slightly slowly. In moderate or severe dehydration (10% or more), the delay becomes obvious.
Other early signs of dehydration include headache, fatigue, dry mouth, and difficulty concentrating. By the time you notice these symptoms, you’re already behind on fluids, so they’re useful as a correction signal rather than a target to aim for.
A Practical Approach
Rather than obsessing over a specific number of glasses, a few habits cover most people reliably. Drink water with each meal. Keep a water bottle accessible during the day. Have a glass before, during, and after exercise. Pay attention to your urine color. And adjust upward in hot weather, during illness, or when you’re more active than usual.
The 3.7-liter and 2.7-liter benchmarks are useful reference points, but they’re population averages, not precision targets. A 120-pound woman working at a desk in a cool office has different needs than a 200-pound man running in July heat. Your body gives you real-time feedback through thirst and urine color, and for most healthy adults under 65, that feedback is trustworthy.
