About 20% of that typically comes from food, so the actual amount you need to drink lands somewhere between 9 and 12 cups of fluids. But that range is a starting point, not a final answer. Your ideal intake depends on your weight, how much you move, where you live, and whether you’re pregnant or breastfeeding.
A Simple Formula Based on Body Weight
Rather than memorizing a generic number, you can estimate your personal target by multiplying your body weight in pounds by 0.67. The result is your approximate daily need in ounces. A 150-pound person, for example, would aim for about 100 ounces (roughly 12.5 cups). A 200-pound person would need closer to 134 ounces (about 17 cups).
Hitting that number precisely every single day isn’t realistic, and it doesn’t need to be. Drinking at least 75% of your calculated target is generally enough to stay well hydrated. On a busy day when you forget your water bottle, falling slightly short won’t cause problems. The goal is a consistent habit, not perfection.
How Exercise Changes the Math
Physical activity increases water loss through sweat, and the replacement needs add up faster than most people expect. For adults, the recommendation is 6 to 12 ounces of water for every 20 minutes of active exercise. That means a 60-minute gym session or pickup basketball game could require an additional 18 to 36 ounces on top of your baseline intake.
The wide range accounts for intensity and how much you personally sweat. A brisk walk on a cool morning sits at the lower end. A high-intensity interval workout in a warm studio pushes toward the upper end. If your clothes are soaked after a session, you’re losing more fluid than someone doing the same workout in a cooler environment, and you need to replace accordingly.
Heat, Humidity, and Altitude
Hot and humid weather forces your body to sweat more to cool down, which means you lose water faster even without exercising. On days when temperatures climb well above your norm, adding two to three extra cups beyond your usual intake helps compensate.
Altitude is a less obvious factor. At elevations above 8,000 feet, you breathe faster and lose more moisture through respiration. The Institute of Alpine Medicine recommends drinking an extra 1 to 1.5 liters of water daily at high altitude, bringing total intake to 3 to 4 liters. If you’re hiking or skiing at elevation, you’re combining altitude effects with exercise, so your needs increase even further.
Pregnancy and Breastfeeding
Pregnant women need more water to support increased blood volume and amniotic fluid production. The Academy of Nutrition and Dietetics recommends at least 12 cups (96 ounces) per day during pregnancy, compared to the 8 to 10 cups typically suggested for non-pregnant adults.
Breastfeeding pushes the number higher still. Producing breast milk requires a significant amount of fluid, and the recommendation jumps to about 16 cups (125 ounces) per day. That’s a lot of water to remember, so keeping a bottle nearby during feedings can help build the habit into your routine.
Why Older Adults Need to Pay Extra Attention
One of the more important things to know about hydration is that the thirst signal becomes less reliable as you age. Research shows that the brain mechanisms controlling thirst weaken with aging. Older adults experience reduced thirst in response to the very conditions that should trigger it: rising blood concentration, lower blood volume, and actual dehydration. The body needs water but doesn’t send the signal to drink it.
This means adults over 65 can’t rely on feeling thirsty as a prompt to drink. Instead, building water intake into a schedule, such as a glass with each meal, one mid-morning, and one mid-afternoon, provides a more reliable safeguard. Dehydration in older adults is a common cause of confusion, dizziness, and urinary tract infections, and it’s largely preventable with deliberate habits.
Not All of It Has to Come From a Glass
About 20% of your daily water intake comes from food, particularly fruits and vegetables with high water content. Watermelon, cucumbers, oranges, strawberries, and lettuce are all above 90% water by weight. Soups, yogurt, and even cooked oatmeal contribute meaningful amounts.
Other beverages count too. Coffee and tea, despite their mild diuretic effect, still result in a net gain of fluid. Milk, sparkling water, and flavored water all contribute to your total. Plain water is the simplest and cheapest option, but it doesn’t have to be your only source.
How to Tell if You’re Drinking Enough
Urine color is the most practical, real-time indicator of hydration. Pale yellow, similar to light straw, means you’re well hydrated. Medium to dark yellow suggests dehydration, and you should drink two to three glasses of water soon. Very dark yellow or amber urine in small amounts signals significant dehydration that needs immediate attention.
One caveat: certain foods, medications, and vitamin supplements can change urine color regardless of hydration. B vitamins, for instance, turn urine bright yellow even when you’re perfectly hydrated. Beets can add a reddish tint. If you’ve recently taken a supplement or eaten something colorful, factor that in before worrying about what you see.
Other signs of mild dehydration include dry mouth, fatigue, headache, and difficulty concentrating. By the time you notice these symptoms, you’re already behind on fluid intake, which is why consistent sipping throughout the day works better than catching up after you feel off.
Can You Drink Too Much?
Yes, though it’s uncommon in everyday life. Drinking extremely large volumes of water in a short period can dilute sodium levels in your blood, a condition called hyponatremia. This is most often seen in endurance athletes who drink aggressively during long events without replacing electrolytes, or in extreme water-drinking challenges.
Your kidneys can process a significant amount of water, but they have limits. Spacing your intake throughout the day rather than consuming large quantities at once keeps your body’s processing capacity from being overwhelmed. For most people, the risk of drinking too little far outweighs the risk of drinking too much.
