When clocks fall back one hour, your body’s internal clock doesn’t follow along automatically. After the fall back, sunrise happens an hour earlier than your internal clock expects. Your brain gets that “time to wake up” signal before you’re ready, which is why you might find yourself wide awake at 5 a.m. on Sunday morning. Meanwhile, your body starts producing melatonin closer to dinnertime instead of bedtime, making you feel drowsy earlier in the evening. This mismatch between your biology and the clock on the wall is what creates that foggy, off-kilter feeling.
Use Light to Reset Your Clock
Light is the single most powerful tool for shifting your circadian rhythm. Bright light in the evening pushes your sleep-wake cycle later, which is exactly what you need after falling back. Exposure in the roughly two-hour window before and after your usual bedtime can shift your internal clock up to two hours later per day. So spending time in a well-lit room or using a bright lamp in the evening during the first few days after the change will help your body catch up to the new schedule.
Morning light works the opposite way: it pulls your rhythm earlier. Since falling back already makes your body want to wake too early, flooding yourself with bright light first thing in the morning can actually work against you during the adjustment period. For the first few days, consider keeping lights dim when you first wake and saving your brightest light exposure for the afternoon and evening. Once you’ve adjusted, returning to a normal morning light routine is fine.
Shift Your Meals Along With Your Sleep

Aim to finish dinner by early evening, around 5 to 7 p.m., and avoid late-night snacking. A consistent morning meal at the right clock time acts as a reset signal for your digestive system, helping the rest of your body fall in line faster.
Rethink Your Caffeine Timing
Your sleep architecture is more fragile during the transition, so this is not the week to push your caffeine habits. For kids between about 5 months and 5 years, the most effective approach is a gradual shift starting the week before clocks change. Beginning on Tuesday, push your child’s morning wake time 10 minutes later each day.
