The fastest way to bring your blood sugar down is to move your body. A walk, a bike ride, or even a few minutes of bodyweight exercises can start pulling glucose out of your bloodstream within minutes. But exercise is just one lever. What you eat, how you sleep, and a few simple habits can all make a meaningful difference, whether you’re managing diabetes, dealing with prediabetes, or just saw a higher-than-expected number on your glucose meter.
For reference, a normal fasting blood sugar is below 100 mg/dL. Prediabetes falls between 100 and 125 mg/dL, and diabetes is diagnosed at 126 mg/dL or higher. After a meal, blood sugar in a healthy person typically stays below 140 mg/dL.
Move Your Body for a Quick Drop
Physical activity is the single most effective tool for lowering blood sugar in the short term. When your muscles contract, they pull glucose out of your blood and into muscle cells without needing insulin to do it. This happens because muscle contractions physically move glucose transporters to the surface of the cell, opening a door that normally requires insulin to unlock. That’s why exercise works even if your body has become less responsive to insulin.
This effect kicks in almost immediately once you start moving. After you stop, your muscles continue absorbing glucose at an elevated rate for roughly two hours through this insulin-independent pathway. But the benefits extend well beyond that window. For several hours after exercise, your muscles are replenishing their energy stores, which keeps them more sensitive to whatever insulin your body is producing. A study in healthy men found that the molecular signals responsible for this enhanced sensitivity persist for hours after a session ends.
You don’t need an intense workout. A 15 to 30 minute walk after a meal is one of the simplest, most effective things you can do. If walking isn’t an option, try standing and doing calf raises, squats, or any movement that engages large muscle groups like your legs and glutes. The bigger the muscle, the more glucose it can absorb.
Strength training also helps. Lifting weights or doing resistance exercises builds more muscle tissue over time, and since skeletal muscle is the primary place your body stores glucose, having more of it gives you a larger “sink” for blood sugar around the clock.
Choose Foods That Don’t Spike You
Not all carbohydrates hit your bloodstream at the same speed. The glycemic index (GI) ranks foods by how quickly they raise blood sugar, with anything under 55 considered low. Building meals around low-GI foods creates a slower, gentler rise rather than a sharp spike.
Some of the best options:
- Legumes: Lentils (GI around 25), kidney beans, chickpeas, and black-eyed peas all score below 40
- Whole grains: Oatmeal and whole grain pasta fall in the 40 to 49 range
- Fruits: Apples and oranges score in the 30s and 40s
- Starchy vegetables: Sweet potatoes score lower than regular potatoes
- Dairy: Plain yogurt and milk (skim or whole) both land in the 30s
- Nuts: Peanuts and soybeans score below 20
Pairing carbohydrates with protein, fat, or fiber slows digestion and blunts the glucose spike. A piece of toast with peanut butter will raise your blood sugar less than the same toast eaten alone. Eating your vegetables and protein before the starchy portion of a meal has a similar effect.
Try Vinegar Before or With Meals
A tablespoon of vinegar diluted in water before a carb-heavy meal can meaningfully reduce the blood sugar spike that follows. A meta-analysis of 16 clinical trials involving 910 participants found that vinegar consumption significantly lowered both post-meal glucose and insulin responses compared to controls. The active ingredient is acetic acid, which appears to slow the rate at which food leaves your stomach and may improve how your muscles take up glucose.
Apple cider vinegar gets the most attention, but any vinegar containing acetic acid works. Dilute one to two tablespoons in a glass of water and drink it shortly before eating. Taking it straight can damage tooth enamel and irritate your throat.
Drink Water, Especially When Sugar Is High
When blood sugar is elevated, your kidneys try to flush the excess glucose through urine. This process pulls water from your body, which is why high blood sugar often comes with thirst and frequent urination. Drinking water supports this natural clearing mechanism and helps prevent dehydration from making the situation worse. It won’t dramatically lower a blood sugar reading on its own, but staying well hydrated keeps your kidneys functioning efficiently and prevents the concentration of glucose in your blood from climbing higher simply because you’re dehydrated.
Sleep Enough to Protect Insulin Sensitivity
Poor sleep can raise your blood sugar even if everything else stays the same. In a controlled study of healthy young men, cutting sleep from about 8 hours to 5 hours per night for just one week reduced insulin sensitivity by 11 to 20%. That means their bodies needed significantly more insulin to clear the same amount of glucose. Cortisol, a stress hormone that tells your liver to release stored sugar, rose by 51% during the sleep-restricted period.
This isn’t a small effect, and it happens fast. Even a single night of poor sleep can leave your blood sugar running higher the next day. If you’re actively trying to bring your numbers down, getting 7 to 9 hours of sleep is one of the highest-impact changes you can make, and it costs nothing.
Check Your Magnesium Intake
Magnesium plays a direct role in how your body processes glucose, and many people don’t get enough. A meta-analysis of nine trials in people with type 2 diabetes found that roughly 360 mg of magnesium per day significantly lowered fasting blood sugar. A separate trial in obese, insulin-resistant individuals without diabetes found that a similar dose taken for six months lowered fasting glucose, reduced insulin resistance, and improved insulin sensitivity.
Good food sources include pumpkin seeds, almonds, spinach, black beans, and dark chocolate. If your diet is low in these foods, a magnesium supplement (look for magnesium glycinate or citrate for better absorption) can fill the gap. Most adults need between 310 and 420 mg per day depending on age and sex.
Manage Stress Deliberately
Stress triggers your body to release cortisol and adrenaline, both of which signal your liver to dump stored glucose into your bloodstream. This is a survival mechanism designed to fuel a fight-or-flight response, but when the stress is emotional or chronic, that extra glucose has nowhere to go. The result is a blood sugar rise that has nothing to do with food.
Anything that genuinely lowers your stress response will help: slow breathing exercises, a walk outside, meditation, or even a few minutes of stretching. The specific method matters less than doing something consistently. If you notice your blood sugar climbing during periods of work stress or anxiety, this is likely part of the reason.
When High Blood Sugar Is an Emergency
Most blood sugar elevations come down with the strategies above. But certain levels and symptoms require immediate medical attention. The CDC advises going to the emergency room or calling 911 if your blood sugar stays at 300 mg/dL or above, your breath smells fruity, you’re vomiting and can’t keep fluids down, or you’re having difficulty breathing. These are signs of diabetic ketoacidosis, a condition where your body starts breaking down fat too rapidly and produces dangerous levels of acids called ketones. Early warning signs include extreme thirst and urinating far more than usual. If untreated, symptoms progress to fast deep breathing, dry skin and mouth, headache, muscle aches, severe fatigue, nausea, and stomach pain.
