How to Calculate Body Fat Percentage at Home: 4 Methods

You can estimate your body fat percentage at home using a tape measure, skinfold calipers, a smart scale, or even a visual comparison guide. None of these methods match the precision of clinical tools like DEXA scans, but several are accurate enough to give you a useful baseline and track changes over time. The tape measure method, developed by the U.S. Navy, is the easiest starting point and requires no special equipment.

The Navy Tape Measure Method

The U.S. Navy method uses a few circumference measurements and your height to estimate body fat through a logarithmic formula. It’s free, repeatable, and surprisingly close to clinical results when you measure carefully. All you need is a flexible tape measure.

For men, measure three sites: your neck at its narrowest point just below the Adam’s apple, your waist at the narrowest point above the hip bones (usually at the belly button), and your height. The formula is:

Body fat (%) = 86.010 × log10(waist − neck) − 70.041 × log10(height) + 36.76, with all measurements in inches.

For women, you’ll need four measurements: neck, waist, hips at the widest point of the glutes (feet together), and height. The formula is:

Body fat (%) = 163.205 × log10(waist + hip − neck) − 97.684 × log10(height) − 78.387, again in inches.

You don’t need to do this math by hand. Dozens of free online calculators will run the Navy formula for you. Just plug in your measurements. The key to accuracy is consistent technique: measure on bare skin, keep the tape snug but not compressing the skin, and take each measurement twice. If the two readings differ by more than half an inch, measure a third time and use the average.

Skinfold Calipers

Skinfold calipers pinch a fold of skin and the fat beneath it at specific body sites, then use the thickness of those folds to estimate total body fat. A basic plastic caliper costs around $10 to $15 online, and the most common protocol requires just three pinch sites.

For men, the standard three-site test measures the chest, abdomen, and front of the thigh. For women, it’s the back of the upper arm (triceps), the hip bone area (suprailiac), and the front of the thigh. Here’s where to pinch:

  • Chest (men): A diagonal fold halfway between the front of the armpit and the nipple.
  • Abdomen: A vertical fold about one inch to the right of the belly button.
  • Thigh: A vertical fold on the front of the thigh, midway between the hip crease and the top of the kneecap.
  • Triceps: A vertical fold on the back of the upper arm, halfway between the shoulder and elbow.
  • Suprailiac: A diagonal fold just above the front of the hip bone, following its natural angle.

Each measurement should be taken on the right side of the body. Pinch the skin with your fingers, apply the caliper about one centimeter away from your fingers, and read the measurement after two seconds. Take each site twice and average the results. Online calculators using the Jackson-Pollock 3-site formula will convert your numbers into a body fat estimate. The main downside: it’s hard to get consistent readings on yourself, especially at sites like the chest or back. Having someone else do the pinching improves accuracy significantly.

Smart Scales and Watches

Body composition scales and newer smartwatches use bioelectrical impedance analysis (BIA), which sends a small electrical current through your body and measures resistance. Since fat tissue conducts electricity differently than muscle and water, the device estimates how much of each you carry.

BIA is the most convenient option. You step on a scale or touch your watch and get a reading in seconds. But convenience comes with tradeoffs. BIA devices tend to underestimate body fat in people with higher BMIs and overestimate lean mass. The absolute number on screen may be off by several percentage points compared to a DEXA scan. A study published in the American Journal of Clinical Nutrition found that smartwatch BIA readings correlated well with laboratory-grade BIA devices, but were less precise than DEXA and required more repeat measurements to confidently detect real changes over time.

Where BIA shines is tracking trends. If you measure under the same conditions each time, the device will reliably show whether you’re gaining or losing fat, even if the specific number isn’t perfectly accurate. To get the most consistent readings, measure at the same time each day (morning is best), before eating or drinking, and not right after exercise. Hydration level, body temperature, and even skin conditions can shift your reading. Alcohol consumption and intense workouts in the hours before can throw results off noticeably.

Visual Estimation

Comparing your body to reference photos at known body fat levels is imprecise, but it gives you a quick ballpark without any equipment. Certain physical characteristics correspond to general ranges. At roughly 10 to 12% body fat in men (or 18 to 20% in women), you’ll typically see visible ab outlines and some muscle definition in the arms and shoulders. Around 15% in men (or 23 to 25% in women), muscle definition softens, especially around the midsection, though arms and shoulders still show some shape. At 20% and above in men (30%+ in women), muscle definition is mostly hidden and the midsection carries a noticeable layer of fat.

Visual guides verified by DEXA scans show that many people underestimate their body fat percentage. Someone at a DEXA-confirmed 19% can look relatively lean in clothes but carry what’s sometimes called a “skinny-fat” appearance underneath. Reference photos are most useful as a reality check alongside one of the measurement methods above, not as a standalone tool.

What the Numbers Mean

Once you have an estimate, you need context. Body fat ranges differ substantially between men and women because women carry more essential fat for hormonal and reproductive function.

  • Essential fat: 3 to 5% for men, 9 to 11% for women. This is the minimum needed for basic physiological function. Competitive bodybuilders reach this range temporarily for shows.
  • Athletic range: 6 to 13% for men, 12 to 19% for women.
  • General fitness: 14 to 17% for men, 20 to 24% for women. This is where most active, healthy people fall.
  • Obese: 25%+ for men, 30%+ for women.

These ranges matter more than BMI for understanding your health risks. BMI divides your weight by your height squared and tells you nothing about how much of that weight is fat versus muscle. A muscular person can register as “obese” by BMI while carrying low body fat. The American Medical Association acknowledged in 2023 that BMI is “an imperfect way to measure body fat” across different races, ethnicities, sexes, and age groups. Body fat percentage, even a rough home estimate, gives you a more complete picture.

Getting the Most Accurate Results

No home method is perfect, but a few principles make any of them more reliable. First, pick one method and stick with it. Comparing a caliper reading from last month to a smart scale reading today tells you nothing useful, because each method has its own systematic bias. Second, measure under consistent conditions. Same time of day, same hydration state, same side of the body for calipers. Third, track the trend rather than fixating on any single number. If your tape measure estimate drops from 24% to 21% over three months, that’s a meaningful change regardless of whether your “true” body fat is 22% or 25%.

For the best home accuracy, combine two methods. Run the Navy tape measure calculation and take a BIA reading on the same morning. If both point in the same direction over weeks, you can be fairly confident the trend is real. If you want a precise baseline number, a single DEXA scan at a clinic (typically $40 to $100) gives you a reference point with an error margin of only 2 to 3%, and you can track changes from there using your home method of choice.
