This won’t give you a perfectly aligned circadian rhythm, but it prevents the complete free-running chaos that makes rotating shifts so miserable. Pair the anchor sleep with strategic light exposure: bright light at the start of your shift to promote alertness, and sunglasses on the drive home if you’re working nights and the sun is up.

What a Realistic Timeline Looks Like

Most people can shift their schedule by one to two hours within a week using the incremental approach combined with light and meal timing. Larger shifts, like moving from a 3 a.m. bedtime to an 11 p.m. bedtime, typically take two to three weeks to feel fully natural.
