Eastward travel is harder on your body than flying west because your internal clock has to move forward, essentially shortening your day. Your circadian rhythm resets at a rate of roughly one hour per time zone per day, so a six-hour eastward shift can leave you foggy and wide awake at 3 a.m. for nearly a week. The good news: with the right timing of light, sleep, and caffeine, you can cut that adjustment period significantly.
Why East Is Harder Than West
Your body’s internal clock naturally runs slightly longer than 24 hours, which means it finds it easier to stay up late (delaying) than to fall asleep earlier (advancing). When you fly east, you’re asking your clock to advance, fighting against its natural drift. A five-hour eastward trip, like New York to London, forces your body to fall asleep and wake up five hours earlier than it’s used to. That mismatch shows up as difficulty falling asleep at the local bedtime, early-morning waking, daytime fatigue, poor concentration, and digestive issues.
Start Shifting Before You Leave
The single most effective thing you can do happens before you board the plane. In the two to three days before departure, move your bedtime and wake time 30 to 60 minutes earlier each day. If you normally sleep at 11 p.m. and wake at 7 a.m., shift to 10 p.m. and 6 a.m. on day one, then 9:30 p.m. and 5:30 a.m. on day two. This won’t fully close the gap for a large time zone change, but it gives your clock a head start.
During this pre-travel phase, get outside into bright light as soon as you wake up. Even 20 to 30 minutes of natural morning sunlight sends a strong signal to your brain that the day has started. In the evening, dim your indoor lighting for about two hours before your new, earlier bedtime. Turn off overhead lights, use a reading lamp, and avoid screens or at least use a blue-light filter. You’re essentially tricking your brain into thinking sunset came sooner.
Use Light Strategically at Your Destination
Light is the most powerful tool you have for resetting your clock, and the rule for eastward travel is simple: seek morning light, avoid evening light. Bright light in the morning pulls your internal clock earlier, which is exactly the direction you need. Evening light pushes it later, undoing your progress.
When you arrive, get outside in the morning as early as you can tolerate. A walk, outdoor breakfast, or even just sitting near a sunny window all work. The brighter the light, the stronger the signal. Overcast daylight is still far more effective than indoor lighting. In the evening, stay in dimmer environments. Draw the curtains, keep room lights low, and wear sunglasses if you’re still out after sunset in a brightly lit city. This combination of morning exposure and evening avoidance accelerates your adjustment by giving your clock consistent, correctly timed signals.
One caution for very large time zone shifts (9 or more hours east): light at the wrong time can actually push your clock in the wrong direction. If you arrive and it’s early morning locally but your body thinks it’s the middle of the night, very early light exposure could delay your clock instead of advancing it. In these cases, wear sunglasses for the first few hours after arrival and seek bright light starting mid-morning instead.
Melatonin Timing and Dosage
Melatonin can help your brain recognize that it’s time to sleep at the new local bedtime. The NHS recommends a dose of 3 mg, taken once a day for up to five days, with the option to increase to 6 mg if needed. Take your first dose at your normal bedtime once you arrive, but not before 8 p.m. or after 4 a.m. local time.
The timing matters more than the dose. Melatonin taken in the early evening tells your clock to shift earlier, reinforcing the phase advance you need for eastward travel. Taking it too early in the day or in the middle of the night can confuse things. If you’re also using the pre-travel shifting strategy, you can start taking a low dose (0.5 to 3 mg) at your target earlier bedtime a day or two before departure.
Caffeine: Little and Often, Then Stop
Caffeine is genuinely useful for getting through the first groggy days, but sloppy timing will sabotage your sleep at night. The most effective approach is small, frequent doses rather than one large coffee. About 50 mg every couple of hours (roughly a cup of tea or a small coffee) keeps you alert without a spike-and-crash cycle.
The hard rule: stop all caffeine at least eight hours before your target bedtime. If you’re aiming to sleep at 10 p.m. local time, your last cup needs to be by 2 p.m. Caffeine consumed within that eight-hour window measurably reduces sleep quality, even if you feel like you fall asleep fine. This is especially important during the first few days when your sleep is already fragile from the time zone change.
Napping Without Wrecking Your Night
You will feel sleepy during the day, especially in the afternoon when your old time zone’s sleep pressure collides with post-lunch fatigue. Napping is fine, but keep it short. The CDC recommends capping naps at 15 to 20 minutes. That’s long enough to reduce the worst of the fog without entering deep sleep, which would leave you groggy and make it harder to fall asleep at the local bedtime.
Set an alarm. It’s tempting to “just rest your eyes” and wake up two hours later in a dark hotel room, completely disoriented and unable to sleep that night. A brief nap in the early afternoon supports your adjustment. A long nap, or one taken in the late afternoon or evening, actively works against it.
Meals and Exercise as Clock Signals
Your digestive system has its own circadian rhythm, and eating at local meal times helps pull it into alignment. Even if you’re not hungry at the local breakfast hour, eating a small meal sends a timing signal to your gut. Avoid heavy meals close to your new bedtime, since digestion disrupts sleep quality.
Exercise works similarly. A morning workout at your destination reinforces the “daytime” signal alongside bright light. Avoid intense exercise in the three to four hours before bed, as it raises your core body temperature and delays sleep onset.
A Day-by-Day Plan for Eastward Travel
2 to 3 Days Before Departure
- Sleep schedule: Shift bedtime and wake time 30 to 60 minutes earlier each day
- Morning light: Get outside within 30 minutes of waking

What to Expect for Recovery
Your body adjusts at roughly one time zone per day, and some organ systems lag behind even that pace. For a three-hour eastward shift, expect two to four days of noticeable symptoms. For a six-hour shift, plan on most of a week. For eight or more hours, full adjustment can take well over a week without deliberate intervention, though the worst symptoms typically peak on days two and three and then gradually improve.
If your trip is very short (two to three days), it may not be worth fully adjusting. In that case, keeping your meals and sleep as close to your home schedule as possible, combined with strategic caffeine and napping, can be more practical than forcing a full reset you’ll just have to undo on return.
