You can estimate your body fat percentage at home using a tape measure and a simple formula, or get a more precise reading from methods like body composition scales, skinfold calipers, or clinical scans. Each method trades convenience for accuracy, so the best choice depends on whether you need a rough benchmark or a precise number.
The Tape Measure Method
The simplest way to estimate body fat at home requires only a flexible tape measure and your height. The U.S. Navy developed a formula that military personnel still use today, and free online calculators will do the math for you once you plug in your measurements.
For men, you need two measurements: neck circumference and abdomen circumference (measured across the belly button). Subtract the neck from the abdomen to get your circumference value, then use that number along with your height in the Navy’s logarithmic formula. For women, the method requires three measurements: neck, natural waist (the narrowest point of your midsection), and hips (the widest point around the buttocks). Add waist and hips together, subtract the neck measurement, and that gives you your circumference value.
To get a reliable reading, take each measurement twice on bare skin, rounded to the nearest half inch. If your two measurements differ by more than one inch, take a third and average the two closest. Small details matter here: the neck measurement should be taken just below the Adam’s apple, perpendicular to the neck. The abdomen measurement goes straight across the belly button. Consistency in where and how you measure is more important than any single reading.
This method won’t match a clinical scan, but it’s free, repeatable, and good enough to track trends over time. If your circumference value is shrinking month to month, you’re losing body fat regardless of what the exact percentage is.
Body Composition Scales
Smart scales and handheld devices use a technology called bioelectrical impedance analysis, or BIA. They send a weak electrical current through your body and measure how quickly it travels. Fat slows the signal down because it contains less water than muscle, so the device uses that resistance to estimate your fat-to-lean ratio.
The convenience is obvious: step on a scale, and you get a number in seconds. The problem is that your hydration level heavily influences the result. Even mild dehydration of 1 to 2 percent of your body weight shifts the reading, because less water in your tissues changes how the current travels. Drinking a large amount of water, exercising, or eating a big meal before stepping on the scale can all skew the number in either direction.
If you use a BIA scale, measure yourself under the same conditions every time: first thing in the morning, before eating or drinking, after using the bathroom. The absolute number the scale gives you may be off by several percentage points compared to a clinical method, but if you’re consistent about timing, the trend line is still useful. A reading that drops from 28% to 24% over three months reflects real progress even if the true values are slightly different.
Skinfold Calipers
Skinfold testing uses a special clamp to pinch and measure the thickness of fat beneath your skin at specific sites on your body, typically three to seven locations like the chest, thigh, and abdomen. The measurements get plugged into an equation that estimates total body fat.
Accuracy depends almost entirely on the person doing the measuring. A skilled practitioner who tests the same sites the same way each time can produce consistent, useful results. Doing it yourself is trickier because some sites (like the back of the upper arm or below the shoulder blade) are hard to reach and pinch correctly on your own body. If you want to go this route, having a trainer or someone experienced take the measurements will give you much better data than attempting it solo.
Inexpensive calipers are available for under $10, which makes this one of the cheapest methods outside of a tape measure. But the learning curve is real, and inconsistent technique can produce wildly different numbers from one session to the next.
DEXA Scans
A DEXA scan (dual-energy X-ray absorptiometry) is widely considered the practical gold standard for body composition testing. You lie on a table for about 10 minutes while a low-dose X-ray scanner passes over your body. The scan distinguishes between bone, lean tissue, and fat, and it tells you not just your total body fat percentage but where that fat is distributed, including how much visceral fat surrounds your organs.
DEXA scans are available at some gyms, wellness clinics, and university labs, typically costing $50 to $150 per session. The regional fat breakdown is especially useful if you’re concerned about health risks tied to abdominal fat storage, since visceral fat is more metabolically dangerous than fat stored under the skin on your arms or legs.
Hydrostatic Weighing
Underwater weighing works on a simple principle: fat floats. You sit on a submerged scale, exhale as much air as possible, and get weighed while fully underwater. Because fat is less dense than water, a person with more body fat will weigh less underwater relative to their weight on land. When performed properly, hydrostatic weighing is accurate to within 1.8 to 2.8 percent compared to more advanced laboratory methods.
This method is less widely available than DEXA and requires you to be fully submerged and exhale completely, which some people find uncomfortable. You’ll mostly find it at university exercise science labs and specialized fitness facilities. It’s highly accurate but not especially practical for regular check-ins.
What the Numbers Mean
Body fat percentage varies significantly by sex and age. For men, essential fat (the minimum needed for basic physiological function) is around 2 to 5 percent, while a typical healthy range falls between 10 and 20 percent. For women, essential fat is higher at 10 to 13 percent, with a healthy range generally between 18 and 28 percent. Athletes of both sexes tend to sit at the lower end of these ranges, and body fat naturally increases with age.
These ranges matter more than hitting a specific number. A 35-year-old man at 18 percent body fat and a 25-year-old man at 12 percent can both be perfectly healthy. What’s more useful is knowing where you fall within the range and whether you’re moving in the direction you want over time.
Which Method to Choose
- For tracking trends at home: The Navy tape measure method or a BIA scale used at the same time each morning gives you a reliable trendline at zero or minimal cost.
- For a one-time baseline: A DEXA scan provides the most detailed picture of where your fat is stored and gives you a number you can trust within a few percentage points.
- For regular precision testing: Skinfold calipers with a consistent practitioner offer a good balance of accuracy and affordability for monthly or quarterly check-ins.
No method is perfectly accurate. Even clinical techniques have margins of error. The most useful approach is picking one method, using it consistently under the same conditions, and paying attention to the direction the numbers move rather than obsessing over any single reading.
