You can figure out your heart rate in under a minute using just two fingers and a clock. Place the tips of your index and middle fingers on the inside of your wrist or the side of your neck, count the beats for 30 seconds, and multiply by two. That number is your heart rate in beats per minute (bpm). For most adults at rest, a normal reading falls between 60 and 100 bpm.
Finding Your Pulse by Hand
There are two reliable spots to feel your pulse. The wrist (radial pulse) is the most common: find the spot between your wrist bone and the tendon on the thumb side of your wrist, then press gently with the tips of your index and middle fingers. You should feel a steady tapping against your fingertips.
The neck (carotid pulse) gives a stronger signal, which makes it useful during exercise when you need a quick read. Place your index and middle fingers in the groove next to your windpipe on one side of your neck. Don’t press too hard on both sides at once, as this can make you feel lightheaded.
Use your fingertips rather than your thumb. Your thumb has its own pulse, and it can mix with the signal you’re trying to count.
Counting the Beats
Once you feel your pulse, watch a clock or timer and count the number of beats in a full 60 seconds. That count is your heart rate. If you want a faster method, count for 30 seconds and multiply by two. Some people count for just 15 seconds and multiply by four, but this amplifies any counting error. If you miscount by one beat in a 15-second window, your final number is off by four bpm. The 30-second method strikes a good balance between speed and accuracy.
Getting an Accurate Resting Heart Rate
Your resting heart rate is the number that matters most for tracking your overall fitness and health over time. To get a true reading, the American Heart Association recommends measuring first thing in the morning, before you get out of bed. At that point, your body hasn’t been affected by caffeine, physical activity, or the stress of the day.
Several things can throw off your reading if you measure later in the day. Caffeine can raise your heart rate for at least an hour after you drink it. Stress and anxiety push the number up too. Even posture matters: your heart rate is slightly higher when standing than when sitting or lying down. If you’ve exercised recently, wait at least one to two hours, because your heart rate stays elevated well after you stop moving. Certain medications, including some blood pressure drugs and antidepressants, also shift the number in either direction.
For the most useful picture, measure on several consecutive mornings and average the results. A single reading is a snapshot; a week of readings is a trend.
What Your Resting Heart Rate Means
For adults 18 and older, a resting heart rate between 60 and 100 bpm is considered normal. Well-trained athletes often sit in the 40s or 50s because their heart muscle is stronger and pumps more blood with each beat, so it doesn’t need to beat as often. Children have faster resting heart rates: a toddler’s normal range is 98 to 140 bpm, while a school-age child (5 to 12 years) typically falls between 75 and 118 bpm. By adolescence, the range narrows to the adult standard of 60 to 100.
A resting heart rate below 60 bpm is called bradycardia. It’s perfectly normal in fit people, but if it comes with dizziness, confusion, extreme fatigue during activity, fainting, or shortness of breath, those are signs the heart isn’t pumping enough blood. A resting rate consistently above 100 bpm at rest (tachycardia) can also signal a problem, though caffeine, dehydration, or anxiety can temporarily push you above that line. Chest pain, difficulty breathing, or fainting alongside an unusual heart rate warrants emergency medical attention.
Using a Smartwatch or Fitness Tracker
Most wearable devices use optical sensors that shine green light into your skin and detect blood flow changes. They’re convenient, but they’re not perfect. A validation study published in JMIR mHealth and uHealth found that higher-end wrist sensors (Garmin, in this case) had an average error rate of about 3.8% in younger adults and 4.7% in older adults, which is close enough for everyday tracking. Budget devices showed larger gaps, particularly during cycling and elliptical workouts, where wrist movement caused errors as high as 13 bpm below the actual rate.
Wrist-based sensors tend to underestimate heart rate on average, and accuracy drops during activities with lots of arm motion. If precision matters for your training, a chest strap monitor still outperforms any wrist device. For casual daily tracking and resting heart rate trends, a quality smartwatch does the job well.
Calculating Your Maximum Heart Rate
Your maximum heart rate is the ceiling your heart can reach during all-out effort. The classic formula is simple: 220 minus your age. So a 40-year-old would have an estimated max of 180 bpm. A newer formula, developed by researcher Hirofumi Tanaka, adjusts this to 208 minus 0.7 times your age, which gives a 40-year-old a max of 180 as well (the two formulas converge around that age) but diverges at younger and older ages.
Neither formula is perfect for every individual. Research on marathon runners found that the classic formula underestimated max heart rate by about 3 bpm in men, while both formulas overestimated it by roughly 5 bpm in women. These are population averages, not personalized numbers. Your true max could be 10 to 15 bpm higher or lower than what any formula predicts. If you want your actual maximum, the only way to find it is through a supervised maximal exercise test.
Heart Rate Zones for Exercise
Once you have an estimated max heart rate, you can break your exercise intensity into five zones. Each zone is a percentage range of your max.
- Zone 1 (50% to 60%): Light effort, like a casual walk. Good for warm-ups and recovery days.
- Zone 2 (60% to 70%): Moderate effort where you can hold a full conversation. This is the zone that builds your aerobic base and burns fat efficiently.
- Zone 3 (70% to 80%): Moderate to high effort, like a brisk jog. Conversation gets harder. This zone improves cardiovascular fitness.
- Zone 4 (80% to 90%): High intensity. You can only speak in short phrases. This zone builds speed and lactate tolerance.
- Zone 5 (90% to 100%): Maximum effort, sustainable for only short bursts. Used for sprint intervals.
To use these zones practically, take your estimated max heart rate and multiply. A 35-year-old with an estimated max of 185 bpm would hit Zone 2 between about 111 and 130 bpm. If you’re wearing a tracker during a run and your heart rate sits at 145, you’re solidly in Zone 3.
Most general fitness goals are best served by spending the majority of your training time in Zones 1 and 2, with occasional sessions pushing into Zones 3 through 5. Tracking your heart rate during workouts keeps you from going too hard on easy days and too easy on hard days.
