Eye strain from screens is almost always fixable with a handful of changes to your habits, workspace, and device settings. The discomfort you’re feeling, whether it’s tired eyes, blurry vision, headaches, or neck pain, comes from a combination of sustained close-up focusing, incomplete blinking, and poor ergonomics. Here’s how to address each cause.
Why Screens Tire Your Eyes
When you stare at a screen, a small ring of muscle around each lens (the ciliary muscle) contracts to keep the close-up image sharp. Hold that contraction for hours and the muscle fatigues, just like any other muscle in your body. The result is that achy, strained feeling behind your eyes and difficulty refocusing when you finally look away.
Blinking compounds the problem. Your blink rate doesn’t necessarily drop as much as people assume while reading on a screen, but a significantly higher percentage of your blinks become incomplete. One study found incomplete blinks jumped from about 4% during paper reading to 7% on a computer. That matters because a full blink is what spreads a fresh layer of moisture across the eye’s surface. Partial blinks leave dry patches, causing irritation, burning, and that gritty foreign-body sensation.
On top of the eye-level issues, poor screen placement forces your neck and shoulders into awkward positions for hours, producing the headaches, neck pain, and upper back tension that often accompany eye strain.
The 20-20-20 Rule
Every 20 minutes, look at something at least 20 feet away for 20 seconds. This lets the ciliary muscle fully relax and recover from continuous near focusing. It’s simple, free, and backed by measurable improvements: researchers have found it also improves accommodative facility, meaning your eyes get better at quickly shifting focus between distances rather than staying “locked” at screen range.
If you struggle to remember, set a recurring timer on your phone or use a browser extension designed for break reminders. Some people pair the 20-second gaze with a few deliberate, slow blinks to reset their tear film at the same time.
Set Up Your Screen Correctly
OSHA recommends placing your monitor 20 to 40 inches from your eyes, with the center of the screen 15 to 20 degrees below your horizontal eye level. In practical terms, that means the top edge of the screen should sit roughly at or just below eye height, so you’re looking slightly downward. This position partially covers your eyes with your eyelids, reducing tear evaporation, and keeps your neck in a more neutral posture.
If you use a laptop, the built-in screen is almost always too low. A laptop stand paired with an external keyboard solves this quickly. For dual monitors, angle both screens toward you so you’re not constantly turning your head to one side.
Adjust Brightness, Text Size, and Refresh Rate
Your screen brightness should roughly match the brightness of your surroundings. If the screen looks like a glowing box in a dim room, it’s too bright. If it looks dull and gray in a sunny office, it’s too dim. Most operating systems now offer an auto-brightness setting that handles this continuously.
Increase your default font size. Research on optimal reading conditions suggests a minimum of 16-point text on a PC and 18-point on a smartphone to keep visual effort low. Most browsers let you zoom in with Ctrl/Cmd and the plus key, and both Windows and macOS have system-wide text scaling options in their display settings.
If your monitor supports a higher refresh rate, use it. Standard screens run at 60 Hz, but displays at 120 Hz or above produce noticeably smoother motion and less perceptible flicker. You won’t always consciously see flicker at 60 Hz, but your visual system still works harder to process it. Check your display settings to make sure you’re running at the highest refresh rate your hardware supports.
Reduce Glare
Glare from windows or overhead lights reflecting off your screen forces your pupils to constantly adjust, adding another layer of fatigue. Position your monitor so windows are to the side rather than directly behind or in front of you. If you can’t rearrange the room, close blinds during peak sunlight hours or attach an anti-glare screen filter. Matte-finish monitors naturally diffuse reflections better than glossy ones.
Overhead fluorescent lighting can also be harsh. A desk lamp pointed at your work surface (not the screen) often lets you turn down the overhead lights while keeping the room bright enough to match your display.
Skip Blue Light Glasses
Blue light filtering lenses are heavily marketed for screen users, but the American Academy of Ophthalmology does not recommend them. Their position is clear: there is no scientific evidence that the light coming from computer screens damages the eyes, and several studies suggest blue light-blocking glasses do not improve symptoms of digital eye strain. The strain you feel is caused by focusing mechanics and blinking patterns, not the light spectrum. Save your money for a better monitor or a good pair of prescription glasses if you need them.
Keep Your Eyes Lubricated
If your eyes consistently feel dry or gritty during screen work, lubricating eye drops (artificial tears) can help. Preservative-free formulations are recommended regardless of how severe your dryness is, since the preservatives in standard bottles can irritate sensitive eyes with repeated use. They come in single-dose vials and are widely available over the counter.
You can also raise the humidity in your workspace with a small humidifier, especially in winter when heating systems dry out indoor air. Staying hydrated matters too. Dehydration reduces tear production across the board.
Try Simple Focus Exercises
Beyond the 20-20-20 rule, a few basic exercises can help if your eyes feel “stuck” after long screen sessions. One well-studied technique is the pencil pushup: hold a pencil at arm’s length, focus on a small letter printed on it, and slowly bring it toward the bridge of your nose while keeping the letter sharp. When it doubles, move it back out and repeat. The American Academy of Ophthalmology recognizes this exercise as helpful for convergence insufficiency, a condition where the eyes struggle to work together on near objects.
Another useful habit is alternating focus. Pick a nearby object (your thumb at arm’s length works) and a distant one (a tree outside, a clock across the room). Shift your focus back and forth for 10 to 15 cycles. This actively stretches and relaxes the focusing muscle rather than just giving it a static break.
When Eye Strain Doesn’t Go Away
Digital eye strain, sometimes called computer vision syndrome, is diagnosed when eye and vision complaints consistently appear during screen use and recur at least twice a month over a 12-month period. The symptom list goes beyond tired eyes. It includes blurred vision, double vision, difficulty refocusing, light sensitivity, headaches, neck and shoulder pain, and even sleep disturbances.
If the fixes above don’t resolve your symptoms within a couple of weeks, the problem may not be simple strain. An uncorrected or outdated glasses prescription is one of the most common hidden causes. Even a small refractive error that doesn’t bother you in daily life can become exhausting over eight hours of screen work. An eye exam specifically mentioning your screen habits and working distance will let your optometrist check whether you need a dedicated prescription for computer use, which differs from both reading glasses and distance glasses because the focal point sits at an intermediate range.
Persistent dryness that doesn’t respond to artificial tears could also point to an underlying dry eye condition unrelated to screens. In that case, your eye care provider can assess tear production and recommend targeted treatment.
