You can’t fundamentally rewire your metabolic rate overnight, but you can meaningfully increase the number of calories your body burns each day through a combination of movement, eating habits, sleep, and environmental tweaks. Some of these changes are surprisingly simple, and a few common beliefs about metabolism turn out to be wrong.

Why Your Metabolism Might Not Be As Slow As You Think

Most people who feel they have a “slow metabolism” are actually operating within a normal range. A landmark 2021 study analyzing data from over 6,400 people found that metabolism stays remarkably stable from your 20s all the way through your 50s. The real decline doesn’t begin until after age 60. That means the weight gain many people notice in their 30s and 40s has more to do with gradual shifts in activity level, muscle mass, and eating patterns than with some inevitable metabolic slowdown.

This is good news: it means the levers you have to pull actually work, regardless of your age.

Move More Outside the Gym

The single biggest variable in daily calorie burn between people of the same size isn’t gym time. It’s non-exercise activity thermogenesis, or NEAT: all the movement you do that isn’t formal exercise. Walking to the store, cooking dinner, fidgeting at your desk, taking the stairs, playing with your kids. According to research from the Mayo Clinic, NEAT can vary by up to 2,000 calories per day between two people of similar size. That’s an enormous gap, and it’s entirely within your control.

Practical ways to increase NEAT include standing or pacing during phone calls, walking after meals, parking farther away, and choosing stairs over elevators. None of these feel like exercise, which is exactly why they’re sustainable. People who maintain a high NEAT don’t rely on willpower to do it; they build movement into routines they already have.

Use High-Intensity Exercise Strategically

Formal exercise matters too, but how you exercise makes a difference. High-intensity interval training creates what’s known as the “afterburn effect,” where your body continues burning extra calories after your workout ends to restore itself to baseline. Estimates suggest this afterburn produces a 6% to 15% increase in overall calorie consumption from the session, and the effect can last anywhere from 15 minutes to 48 hours depending on how hard you pushed.

Strength training has a separate, longer-term benefit. Muscle tissue burns more calories at rest than fat tissue does. Eat More Protein

When you’re chronically sleep-deprived, your body increases production of ghrelin (the hormone that makes you hungry) and decreases leptin (the hormone that signals fullness). The result is that you feel constantly hungry even when you’ve eaten enough.

Sleep deprivation also disrupts cortisol, your body’s primary stress hormone. Normally, cortisol peaks in the morning and drops throughout the day. With poor sleep, cortisol stays elevated into the afternoon and evening, which promotes higher insulin levels and encourages fat storage, particularly around the midsection. Over time, this pattern increases the risk of prediabetes and other metabolic problems. Seven to nine hours of consistent sleep is one of the most underrated metabolic interventions available to you.

Drink More Water

Drinking water triggers a small but real metabolic boost. One study found that drinking about 17 ounces (500 mL) of water increased metabolic rate by roughly 30% in healthy adults. The effect kicked in about 10 minutes after drinking and peaked around 20 to 30 minutes later. The bump is temporary, but if you’re drinking water throughout the day, it adds up. Cold water may have a slight additional effect because your body expends energy warming it to body temperature, though the difference is modest.

Try Cold Exposure

Your body contains a type of fat called brown fat that generates heat by burning calories. Cold exposure activates it. In one study, exposure to mild cold increased daily energy expenditure by about 79 calories per day, roughly a 5.5% increase. That’s not dramatic, but it’s a free metabolic bonus from something as simple as turning down the thermostat, taking a cool shower, or spending time outdoors in cooler weather.

The effect is driven by your nervous system detecting cold on the skin and triggering brown fat to produce heat. People with more brown fat get a bigger response, and regular cold exposure appears to increase brown fat activity over time.

Skip the Metabolism Supplements

Supplements marketed as metabolism boosters rarely deliver what they promise. In a well-controlled study, caffeine alone produced no significant increase in 24-hour energy expenditure compared to a placebo. A green tea extract containing both caffeine and catechins (a plant compound) did increase daily energy expenditure, but only by about 4%. That translates to roughly 80 extra calories per day, less than what you’d burn on a 15-minute walk. If you enjoy green tea or coffee, drink them, but don’t count on them to meaningfully change your metabolic rate.

Meal Timing Matters More Than Meal Frequency

You may have heard that eating six small meals a day “stokes your metabolic fire.” Research doesn’t support this. Your body’s total thermic response to food over 24 hours is determined by how much and what you eat, not how often. Three meals or six meals with the same total calories produce essentially the same metabolic effect.

What does show some promise is when you eat. Time-restricted feeding, where you consume all your food within a set window each day, has shown metabolic benefits in some studies, particularly in people eating calorie-dense diets or carrying excess weight. The effects seem to depend on your current diet and body composition, so it won’t help everyone equally. But if you tend to eat late at night, simply shifting your meals earlier may improve how your body processes fuel.

Putting It All Together

The biggest gains come from stacking several moderate changes rather than chasing a single dramatic one. Increase your daily movement outside the gym. Add strength training and occasional high-intensity sessions. Eat more protein. Sleep enough. Stay hydrated. These aren’t exotic biohacks; they’re basic physiological levers that genuinely work. The people who seem to have “naturally fast” metabolisms are usually just pulling more of these levers, often without realizing it.
