Getting a good night’s sleep comes down to working with your body’s natural biology rather than against it. Adults need seven or more hours per night, and teenagers need eight to ten. But the number of hours only tells part of the story. The quality of those hours, how quickly you fall asleep, and how often you wake up during the night matter just as much.
How Your Body Builds the Urge to Sleep
From the moment you wake up, a chemical called adenosine starts accumulating in your brain. It builds steadily throughout the day, gradually quieting the networks that keep you alert. By evening, adenosine levels are high enough to make you feel genuinely sleepy. When you finally fall asleep, your brain clears the adenosine, resetting the cycle for the next day.
Caffeine works by blocking adenosine’s receptors, which is why a late coffee can leave you staring at the ceiling even when you’re exhausted. Your body still has all that built-up sleep pressure, but caffeine masks the signal. Cool Your Bedroom Down
Your core body temperature naturally drops as you approach sleep. A room that’s too warm fights that process. The Cleveland Clinic recommends keeping your bedroom between 60 and 67°F (15 to 19°C). That can feel surprisingly cool if you’re used to a warm room, but your body falls asleep faster and stays asleep longer when it can offload heat easily. Time Your Exercise Right

Why Alcohol Wrecks Your Sleep
A drink or two in the evening can make you feel drowsy, but alcohol fragments sleep in a predictable pattern. During the first half of the night, it suppresses REM sleep, the dream-rich stage involved in emotional processing and memory. Then, as your body metabolizes the alcohol in the second half of the night, REM rebounds aggressively while wakefulness and transitions between sleep stages increase. This is why you might fall asleep quickly after drinking but wake at 3 a.m. feeling wired and restless. The net result is that even if you spend enough hours in bed, the architecture of your sleep is disrupted and you wake up feeling unrefreshed.
If you drink, finishing your last drink three to four hours before bed gives your body more time to process the alcohol and reduces, though doesn’t eliminate, the disruption.
Use Sound to Your Advantage
Consistent background sound can mask the sudden noises (a car door, a partner’s snoring, a dog barking) that jolt you awake. The three most common options work differently:
- White noise plays all frequencies at equal intensity, producing a steady “shhhh” like television static or a gentle waterfall. It’s effective at masking sharp, unpredictable sounds.
- Pink noise emphasizes lower frequencies and rolls off the higher ones, creating a deeper, softer tone like steady rainfall or ocean waves. Some research suggests pink noise synchronized to brain wave rhythms can enhance deep sleep and support memory consolidation, especially in older adults.
- Brown noise goes even deeper, sounding like a low rumble similar to heavy rain or distant thunder. Many people find it the most soothing of the three, though research on its sleep effects is more limited.
There’s no single best option. Try each for a few nights and see which one feels most natural. A fan, a dedicated sound machine, or a phone app set to play continuously all work fine, as long as the sound stays consistent through the night.
Build a Consistent Sleep Schedule
Your circadian clock thrives on regularity. Going to bed and waking up at roughly the same time every day, including weekends, reinforces the cycle of adenosine buildup and clearance and keeps your melatonin release timed correctly. Sleeping in two extra hours on Saturday morning feels like a treat, but it’s the equivalent of giving yourself jet lag. Return to bed only when you feel genuinely sleepy again.
