The best way to get magnesium in your diet is through seeds, nuts, leafy greens, and legumes. Most adults need between 310 and 420 mg of magnesium per day, and a few smart food choices can get you there without supplements. The challenge is that many people fall short, partly because modern food processing strips magnesium from common staples like bread and pasta.
The Richest Food Sources

What Magnesium Actually Does in Your Body
Magnesium is involved in more than 300 enzyme reactions throughout your body. It plays a direct role in muscle contraction and relaxation, nerve signaling, blood sugar regulation, and building bone. Some of the best magnesium sources, like whole grains, seeds, and legumes, also contain compounds called phytates that can reduce how much magnesium your body actually absorbs. This doesn’t mean you should avoid these foods. Organic forms of magnesium (meaning the magnesium is bound to a carbon-containing molecule, like citrate, glycinate, or taurate) are generally better absorbed than inorganic forms like magnesium oxide. A systematic review of bioavailability studies found that organic formulations consistently outperformed inorganic ones, with magnesium taurate appearing to be among the most bioavailable. Absorption is also dose-dependent: your body absorbs a smaller percentage of a large dose than a small one, so splitting your intake across the day improves how much you retain.
The tolerable upper intake level for supplemental magnesium is 350 mg per day for adults. This limit applies only to supplements, not food. Magnesium from food doesn’t carry the same risk because your body absorbs it more gradually. The most common side effect of taking too much supplemental magnesium is diarrhea, which is why magnesium-based laxatives work the way they do.
Practical Ways to Boost Your Intake
Small, consistent habits tend to work better than overhauling your diet. Sprinkling pumpkin seeds or chia seeds on salads, yogurt, or oatmeal adds 100+ mg of magnesium without changing the meal itself. Keeping a bag of almonds or cashews at your desk gives you 75 to 80 mg per handful. Swapping refined grains for whole-grain versions at every meal adds up across the week.
Dark chocolate with 70 percent or higher cocoa content is another source most people are happy to add, providing roughly 65 mg per ounce. Avocados contribute about 58 mg per fruit. Even a baked potato with the skin on delivers around 43 mg. The theme is consistent: choose minimally processed, whole foods, and the magnesium largely takes care of itself.
