How to Get More Iron in Your Body: Food and Supplements

The most effective way to get more iron into your body is to combine iron-rich foods with nutrients that boost absorption, while keeping iron-blocking foods and drinks away from your meals. Most adult men need about 8 mg of iron per day, while premenopausal women need 18 mg, and pregnant women need 27 mg. Whether you’re trying to prevent a deficiency or recover from one, both your food choices and your timing matter more than most people realize.

How Your Body Absorbs Iron

Iron is absorbed in the first section of your small intestine. Once iron crosses the intestinal wall, a transport protein called transferrin picks it up and carries it through your bloodstream to wherever your body needs it, including your bone marrow to make red blood cells. Your body tightly regulates this process. When your iron stores are already full, your gut absorbs less. When stores are low, absorption ramps up.

This regulation happens through a hormone called hepcidin. When you take a large dose of iron, hepcidin levels rise within hours, temporarily reducing how much iron you can absorb from your next meal. This is one reason why more iron at once doesn’t always mean more iron absorbed, and it’s the basis for a dosing strategy covered below.

Best Animal Sources of Iron

Iron from animal foods (called heme iron) is absorbed at roughly two to three times the rate of plant-based iron. Your body takes it up more efficiently because it enters intestinal cells through a dedicated pathway that isn’t blocked by other compounds in your meal.

The highest-iron animal foods per serving, based on data from the Dietary Guidelines for Americans:

  • Oysters: 6.9 mg in just 3 oysters
  • Mussels: 5.7 mg per 3 ounces
  • Beef liver: 5 mg per 3 ounces
  • Duck breast: 3.8 mg per 3 ounces
  • Bison: 2.9 mg per 3 ounces
  • Beef: 2.5 mg per 3 ounces
  • Sardines: 2.5 mg per 3 ounces
  • Crab: 2.5 mg per 3 ounces
  • Lamb: 2.0 mg per 3 ounces

Shellfish stand out as the single best category. Three oysters alone deliver more than a third of the daily requirement for most women. If you eat seafood, working it into your meals a couple of times a week can make a significant dent in your iron needs.

Best Plant Sources of Iron

Plant-based (non-heme) iron is more sensitive to other things in your meal, so absorption rates vary widely. Still, several plant foods pack impressive iron numbers per serving:

  • Fortified cereals: 8 to 16 mg per serving, depending on the brand
  • Cooked spinach: 6.4 mg per cup
  • Lima beans: 4.9 mg per cup
  • Soybeans: 4.4 mg per half cup
  • Swiss chard: 4.0 mg per cup
  • White beans: 3.3 mg per half cup
  • Lentils: 3.3 mg per half cup
  • Cooked mushrooms: 2.7 mg per cup
  • Chickpeas: 2.4 mg per half cup
  • Firm tofu: 3 mg per half cup
  • Dark chocolate (45–69% cacao): 2 mg per ounce

Fortified breakfast cereals are the easiest shortcut here. A single serving of a heavily fortified cereal can deliver your entire daily value. Just check the nutrition label, because iron content varies dramatically between brands. Cooked spinach is another powerhouse, though raw spinach delivers far less per cup because it hasn’t been concentrated by cooking.

How to Increase Absorption

Vitamin C is the most powerful absorption enhancer for plant-based iron. Iron absorption from a meal can increase nearly ninefold, going from about 0.8% to 7.1%, when vitamin C is added. The key is eating the vitamin C at the same time as the iron. Taking it four to eight hours before a meal has little effect.

Practical pairings that work well: squeeze lemon juice over lentils, add sliced bell peppers to a bean salad, eat strawberries or an orange alongside your fortified cereal, or toss tomatoes into your spinach. Even a small glass of orange juice with a meal helps. You don’t need massive doses; as little as 25 mg of vitamin C (about a quarter of an orange) starts to improve absorption, and the effect scales up with higher amounts.

Eating heme iron alongside non-heme iron also boosts absorption of the plant-based iron. So a stir-fry with a small amount of beef and plenty of broccoli and beans gives you a synergistic effect that you wouldn’t get from the beans alone.

What Blocks Iron Absorption

Several common foods and drinks interfere with iron uptake, especially non-heme iron. The biggest culprits are tannins in tea and coffee, phytates in whole grains, seeds, and legumes, and calcium from dairy products or supplements.

The practical fix is timing. Drink your coffee or tea between meals rather than with them. If you take a calcium supplement, take it a few hours away from iron-rich meals. Soaking, sprouting, or fermenting beans and grains reduces their phytate content, which is why sourdough bread delivers more absorbable iron than regular whole wheat bread.

This timing issue explains why someone eating plenty of iron on paper can still end up deficient. If your morning routine is a bowl of fortified cereal with milk and a cup of black tea, you’re pairing one of the best iron sources with two of the strongest absorption blockers at the same time.

When Supplements Make Sense

If you can’t meet your needs through food alone, or if blood work shows your ferritin (stored iron) has dropped below 30 ng/mL, an iron supplement can help. The two most common forms are ferrous sulfate and ferrous bisglycinate. Ferrous sulfate is the cheaper, widely available option. Ferrous bisglycinate is a chelated form that some people tolerate better, though in a 12-week trial comparing 60 mg of ferrous sulfate to 18 mg of ferrous bisglycinate, ferrous sulfate produced higher ferritin levels overall.

The most common complaint with iron supplements is gastrointestinal side effects: nausea, constipation, and stomach cramps. A well-designed strategy can reduce these significantly.

The Every-Other-Day Approach

A randomized controlled trial published in The Lancet’s eClinicalMedicine tested daily iron supplements against the same total dose spread out on alternating days over six months. Both groups ended up with nearly identical ferritin levels (about 44 μg/L). But the every-other-day group reported 56% fewer gastrointestinal side effects on days they took iron. Even more striking, after six months only 3% of the alternate-day group remained iron deficient, compared to 11.4% of the daily group.

The reason this works comes back to hepcidin. A dose of iron triggers a hepcidin spike that lasts roughly 24 hours, temporarily blocking further absorption. By waiting a day between doses, you let hepcidin fall back down before your next pill, so each dose gets absorbed more efficiently. If you’re supplementing and finding the side effects hard to manage, switching to every other day is a well-supported option.

Getting the Most From Your Supplement

Take iron supplements on an empty stomach if you can tolerate it, because food reduces absorption. If that causes nausea, taking it with a small amount of food that contains vitamin C (a few bites of fruit, for example) is a reasonable compromise. Avoid taking it with dairy, coffee, tea, or high-fiber foods.

Space your iron supplement at least two hours away from antacids or calcium supplements, which compete for absorption. If you take a multivitamin that contains calcium, take it at a different time of day than your iron.

Signs Your Iron Is Too Low

Iron deficiency develops in stages. In the earliest stage, your stored iron drops but you feel fine and your blood counts look normal. As it progresses, you may notice fatigue, weakness, pale skin, cold hands and feet, brittle nails, or unusual cravings for non-food items like ice. At its most advanced, iron deficiency anemia shows up as low hemoglobin on a blood test.

A serum ferritin level below 30 ng/mL is the standard marker for iron deficiency. However, ferritin also rises during infections or inflammation, which can mask a true deficiency. If you have an inflammatory condition and your ferritin is under 100 ng/mL, iron deficiency is still possible even though the number looks normal. A transferrin saturation below 15% is another indicator your body isn’t getting enough iron to work with.

People at highest risk include women with heavy periods, pregnant women, frequent blood donors, endurance athletes, and anyone on a strictly plant-based diet. If you fall into one of these groups and notice persistent fatigue, a simple blood panel that includes ferritin and a complete blood count can clarify whether iron is the issue.
