Most colds resolve in under a week, but the right combination of tactics in the first day or two can shorten that timeline and make you feel noticeably better while your body fights the virus. No single remedy “cures” a cold overnight, but stacking several evidence-backed strategies together can trim days off your symptoms and keep you functional in the meantime.
Start Zinc Lozenges Immediately
Zinc is the closest thing to a fast-forward button for a cold. Lozenges containing zinc acetate or zinc gluconate, taken at doses above 75 mg of elemental zinc per day, shortened colds by 30% to 40% in clinical trials. For a cold that would normally drag on for seven days, that translates to roughly two to three fewer days of symptoms.
The key is starting early. Begin taking zinc lozenges as soon as you notice the first scratchy throat or sniffles, and continue every few hours while you’re awake. Stick with this for no more than a week or two. At daily doses above about 40 to 50 mg of supplemental zinc taken over several weeks, your body starts to absorb less copper, which can quietly affect certain enzymes. For a short burst during a cold, this isn’t a concern, but don’t make high-dose zinc a long-term habit. Some people experience nausea from zinc lozenges, especially on an empty stomach, so eat something small first if that happens to you.
Use Honey for Cough Relief
If coughing is one of your worst symptoms, a spoonful of honey performs just as well as the standard over-the-counter cough suppressant dextromethorphan. A systematic review published in BMJ Evidence-Based Medicine found no significant difference between honey and dextromethorphan for cough frequency or severity. Honey also outperformed diphenhydramine (the antihistamine in many nighttime cold formulas) across the board.
A tablespoon of honey stirred into warm water or tea before bed can reduce nighttime coughing enough to let you sleep, which is when your immune system does its heaviest repair work. Honey is not safe for children under one year old due to the risk of botulism.
Rinse Your Nasal Passages With Saline
Saline nasal irrigation, using a neti pot, squeeze bottle, or similar device, physically flushes virus particles, excess mucus, and inflammatory debris out of your nasal passages. Research on respiratory viruses shows that regular rinsing reduces viral load in the nose and may even lower the amount of virus that gets aspirated toward the lungs. One randomized trial found that people who rinsed twice daily recovered their ability to perform daily activities about 1.6 days sooner than those who didn’t.
For best results, rinse at least twice a day. During the worst of your congestion you can go up to every four hours. Use distilled, sterile, or previously boiled water (never straight tap water) mixed with a saline packet or a quarter teaspoon of non-iodized salt per cup. Isotonic and mildly hypertonic solutions both work. The process feels odd the first time, but most people find it immediately relieving once they try it.
Be Careful With Nasal Decongestant Sprays
Oxymetazoline sprays (the kind you buy as “12-hour” nasal decongestants) open your airways almost instantly, and they’re fine for short-term relief. But after about three days of consecutive use, they start causing rebound congestion, a condition called rhinitis medicamentosa, where your nose becomes more blocked than it was before you started spraying. Limit these sprays to three days maximum, then switch to saline rinses or oral decongestants if you still need relief.
Stay Hydrated and Humidify Your Air
When you’re congested and breathing through your mouth, your mucous membranes dry out fast. Warm fluids like tea, broth, and soup help in two ways: they keep you hydrated and the steam loosens thick mucus in your nose and throat. There’s no magic volume of water to hit, but if your urine is dark yellow, you need more fluid.
Indoor humidity matters more than most people realize. Research tracking respiratory virus outcomes found that maintaining indoor relative humidity between 40% and 60% is associated with better outcomes, while air that’s drier or more humid correlates with worse results. If you’re running a heater in winter, your indoor air may be well below 30% humidity. A simple bedroom humidifier set to that 40% to 60% range keeps your nasal passages moist, helps mucus drain naturally, and makes breathing more comfortable while you sleep.
Prioritize Sleep Above Everything Else
Your immune system ramps up production of infection-fighting proteins during sleep, particularly during deep sleep stages. Cutting sleep short during a cold doesn’t just make you feel worse; it measurably slows your recovery. If you can take a day off work or cancel evening plans to get nine or ten hours of sleep during the first two nights of a cold, that single decision likely does more for your recovery timeline than any supplement.
To sleep better while congested, elevate your head with an extra pillow (gravity helps your sinuses drain), take honey for cough, and keep your bedroom humid. A warm shower right before bed can also open your airways enough to help you fall asleep.
What Probably Won’t Help
Vitamin C gets the most attention, but the evidence for taking it after symptoms start is weak. Most of the benefit shows up in people who were already supplementing daily before they caught the cold, and even then, the effect is modest. Antibiotics do nothing for colds, which are caused by viruses, not bacteria. Echinacea results are inconsistent across studies, with some preparations showing small effects and others showing none.
A Realistic Recovery Timeline
Even with every strategy above in place, expect to feel your worst on days two and three. Sore throat and sneezing typically peak early, then give way to congestion and cough, which can linger. Most adults are functionally better within five to seven days. If you started zinc early, stayed hydrated, slept well, and kept your nasal passages clear, you’re looking at the shorter end of that range. A lingering mild cough for a few days afterward is normal and doesn’t mean you’re still contagious or getting worse.
