That persistent feeling of mucus pooling in the back of your throat is almost always post-nasal drip, and you can usually clear it with a combination of hydration, nasal rinsing, and humidity control. The trick is addressing what’s causing the excess mucus in the first place, not just trying to clear it symptom by symptom.
Why Mucus Collects in the Back of Your Throat
Your nose and sinuses produce mucus constantly, about a quart per day. Normally you swallow it without noticing. The sensation of mucus “stuck” in your throat happens when production ramps up or the mucus gets thicker than usual. The most common triggers are allergies, viral infections (colds and flu), dry indoor air, and acid reflux. Pregnancy, blood pressure medications, and birth control pills can also increase mucus production.
One frequently overlooked cause is laryngopharyngeal reflux, sometimes called silent reflux. Unlike typical heartburn, this type of reflux sends stomach acid all the way up to the throat without the burning chest sensation you’d expect. The acid irritates the throat lining and disrupts the normal mechanisms that clear mucus, creating a cycle where mucus builds up and infections linger longer. If your throat mucus is worst in the morning, comes with a hoarse voice, or doesn’t respond to allergy treatments, silent reflux is worth investigating.
A deviated septum or chronic sinus issues can also trap mucus. If post-nasal drip is a constant in your life regardless of season or environment, a structural issue may be the reason.
Nasal Saline Rinses
Rinsing your nasal passages with salt water is the single most effective home remedy for clearing mucus from the back of your throat. It physically flushes out the excess, thins what remains, and reduces the irritation driving more production. Stanford Medicine recommends irrigating each nostril with half a bottle of saline solution, twice a day. More than twice a day is also fine.
You can make the solution at home: combine one quart of boiled or distilled water with one teaspoon of non-iodized salt (kosher or pickling salt) and one teaspoon of baking soda. Use a squeeze bottle or neti pot. Never use tap water that hasn’t been boiled first, since unfiltered water can introduce bacteria into your sinuses. Let the water cool to lukewarm before rinsing. Most people notice improvement within a few days of consistent use.
Stay Hydrated, Keep the Air Moist
Dehydration thickens mucus, making it harder to swallow and easier to notice. Drinking water throughout the day keeps mucus thin and flowing. Warm liquids like tea or broth can be especially helpful because warmth loosens mucus on contact.
Dry air is one of the most common environmental triggers. When the humidity in your home drops below 30%, your nasal passages dry out and respond by producing thicker, stickier mucus. The Mayo Clinic recommends keeping indoor humidity between 30% and 50%. A simple humidifier in your bedroom can make a noticeable difference, particularly during winter months when heating systems dry the air. Clean it regularly to prevent mold growth, which would only make mucus problems worse.
Honey for Throat Irritation
If the mucus comes with a cough or scratchy throat, honey is worth trying. A randomized controlled trial of 108 children with upper respiratory infections found that a single dose of buckwheat honey reduced cough frequency more effectively than no treatment. The standard over-the-counter cough suppressant dextromethorphan, by comparison, performed no better than doing nothing at all. Half a teaspoon to two teaspoons (depending on age) was the dose used. Honey coats the throat and may help calm the irritation cycle that keeps mucus production elevated. Don’t give honey to children under one year old.
What About Dairy?
You’ve probably heard that milk makes mucus worse. The science doesn’t support this. When researchers tested mucus production in people who drank milk versus those who didn’t, they found no difference. More recent research suggests that when milk mixes with saliva, it creates a temporary coating sensation in the mouth and throat that people mistake for extra phlegm. A small study in children with asthma also found no symptom difference between dairy milk and soy milk. So there’s no reason to cut dairy from your diet for mucus reasons alone.
Other Strategies That Help
Steam inhalation loosens mucus quickly. A hot shower works, or you can lean over a bowl of hot water with a towel draped over your head. The effect is temporary but provides fast relief when congestion is at its worst.
Gargling with warm salt water (about half a teaspoon of salt in a glass of warm water) can help clear mucus that’s already coating the back of your throat. It also reduces swelling in irritated tissue.
Sleeping with your head slightly elevated prevents mucus from pooling in your throat overnight. An extra pillow or a wedge pillow can reduce that morning congestion many people experience. Sleeping on your back tends to make post-nasal drip worse, so side sleeping may help.
If allergies are the trigger, reducing exposure matters more than any remedy. Dust mites, pet dander, mold, and pollen are the usual culprits. Washing bedding in hot water weekly, using allergen-proof pillow covers, and running an air purifier with a HEPA filter can all reduce the allergen load that’s driving mucus production.
When Throat Mucus Signals Something Else
Most throat mucus is harmless and clears up on its own or with the strategies above. But certain signs suggest something more is going on. Pay attention if your symptoms last more than two weeks, if the mucus is yellow, green, brown, or blood-tinged, or if you develop a fever, wheezing, or difficulty breathing. Colored phlegm often indicates a bacterial infection that may need treatment. Coughing up blood without phlegm warrants immediate medical attention.
For persistent mucus with no obvious cause, an ear, nose, and throat specialist can look directly at your throat using a flexible laryngoscope, a tiny camera passed through the nose. This helps identify inflammation, tissue damage from silent reflux, or structural issues like polyps. If reflux is suspected, a 24-hour acid monitoring test can confirm the diagnosis by measuring acid levels in your throat and esophagus over a full day.
