How to Get Rid of Muscle Pain: What Actually Works

Most muscle pain after exercise or physical activity resolves on its own within three to five days, but the right combination of strategies can cut that recovery time and reduce discomfort significantly. What works best depends on whether your pain is fresh or lingering, and whether it came from a workout, a strain, or something else entirely.

Why Your Muscles Hurt in the First Place

Your muscles are made of thousands of tiny fibers that stretch and contract as you move. When you push harder than usual, whether that’s a new exercise, heavier weight, or just a long day of physical labor, some of those fibers develop microscopic tears. This is completely normal. Your body repairs those tears and builds the fibers back stronger, which is how muscles grow and adapt.

The soreness that follows, often called delayed onset muscle soreness (DOMS), typically starts one to three days after the activity and peaks around the 48-hour mark. It rarely lasts more than five days. Movements where you tense a muscle while lengthening it are the biggest culprits: think lowering a heavy box, walking downhill, or the downward phase of a squat. Understanding this timeline helps because the strategies that work best on day one differ from what helps on day three.

Ice First, Then Heat

Cold therapy is most effective in the hours right after an injury or intense workout. Applying an ice pack or cold compress constricts blood vessels, which limits swelling and numbs the area. Keep cold applications to 20 minutes at a time, repeating four to eight times a day for the first two days.

Once swelling and redness have gone down, usually after a couple of days, switch to heat. A warm towel, heating pad, or hot bath increases blood flow to the area, which delivers nutrients for repair and loosens stiff tissue. The key rule: never apply heat to an area that’s still swollen, red, or hot to the touch, as it can make inflammation worse. For chronic or recurring muscle pain, applying cold before an activity you know will cause a flare-up, then heat afterward, is a practical approach.

Light Movement Beats Total Rest

It’s tempting to stay on the couch when your muscles ache, but gentle movement is one of the most effective things you can do. When you compress and release muscle tissue through light activity, you squeeze out fluid carrying the waste products of muscle breakdown and draw in fresh blood loaded with repair nutrients. Total rest is really only warranted when you’re dealing with a specific injury like a tear or strain severe enough to need immobilization.

Active recovery doesn’t mean another workout. It means anything that increases circulation without challenging the sore muscles: a walk around the block, an easy bike ride, tossing a ball around, or gentle mobility exercises that move your joints through their full range of motion. The goal is blood flow, not effort. If the activity feels like work, you’re doing too much.

Foam Rolling and Massage Guns

Foam rolling has solid evidence behind it for reducing soreness. A study of 60 men found that foam rolling led to significantly lower pain ratings at 48 and 72 hours after exercise compared to doing nothing. Both foam rollers and percussive massage guns also improve flexibility. Massage guns have shown acute flexibility gains of up to 11.4% in the hamstrings, and both tools can meaningfully increase range of motion in the hips and ankles.

There’s one caveat with massage guns: intensity matters, and not always in the direction you’d expect. One study found that a five-minute session with a massage gun actually increased soreness slightly in the hours afterward, particularly at high vibration settings. People who found the vibration comfortable tended to get better results than those who found it unpleasant. Start at a lower speed, keep sessions short, and pay attention to how your body responds. If it hurts, back off.

What About Stretching?

Stretching feels good when you’re sore, and it’s perfectly safe to do. But the evidence for it as a standalone recovery tool is surprisingly weak. A meta-analysis covering 15 studies and 465 participants found that post-exercise stretching on its own did not significantly improve soreness, strength, flexibility, or pain threshold. This held true regardless of stretching type (static, dynamic, or assisted) and regardless of fitness level.

That doesn’t mean you should skip stretching entirely. It works best as one piece of a broader recovery routine alongside things like foam rolling, light movement, and good sleep. Think of it as a low-cost, low-risk complement rather than your primary pain relief strategy.

Topical Pain Relievers

Creams, gels, and patches containing menthol and methyl salicylate (the active ingredients in products like Bengay, Icy Hot, and similar brands) provide real, measurable relief. In a randomized trial, a single eight-hour application of a patch containing these ingredients reduced muscle strain pain by roughly 40% more than a placebo. The cooling and warming sensations aren’t just distracting your brain. These compounds affect pain signaling at the skin and muscle level.

Topicals are especially useful when you want targeted relief without taking oral medication. Apply them to the sore area, avoid broken skin, and wash your hands afterward to keep the ingredients away from your eyes.

Over-the-Counter Anti-Inflammatories

Nonsteroidal anti-inflammatory drugs like ibuprofen and naproxen reduce both pain and the inflammation driving it. They’re effective for muscle pain that’s interfering with your daily life or sleep. The general guidance is to use the lowest dose that controls your symptoms for the shortest time needed. Taking them with food reduces the chance of stomach irritation.

One thing to keep in mind: inflammation is part of how your muscles repair and grow stronger. If you’re training regularly and the soreness is just normal post-workout discomfort, relying on anti-inflammatories after every session may blunt some of the adaptive benefits of exercise. Save them for when the pain is genuinely getting in the way.

Sleep Is When Repair Happens

Growth hormone is the body’s primary driver of muscle and bone repair, and sleep is what triggers its release. Research from UC Berkeley has shown that both the deep, slow-wave phase of sleep and the REM phase stimulate different hormonal pathways that boost growth hormone levels. This hormone doesn’t just rebuild damaged muscle fibers. It also reduces fat tissue and supports the kind of metabolic activity that speeds overall recovery.

Poor sleep directly undermines this process. When you’re sore and trying to recover, prioritizing seven to nine hours of quality sleep does more than almost any supplement or gadget. If muscle pain is keeping you up at night, combining a topical pain reliever with an anti-inflammatory before bed can help you get the rest your body needs to actually heal.

Hydration and Electrolytes

Dehydrated muscles cramp more easily and recover more slowly. Water alone helps, but electrolytes, particularly magnesium, play a specific role in muscle function. A study of half-marathon runners found that an electrolyte mix containing 100 mg of elemental magnesium per serving reduced the incidence and severity of exercise-associated muscle cramps during the race.

You don’t need a specialized product. Foods rich in magnesium (nuts, seeds, leafy greens, dark chocolate) and potassium (bananas, potatoes, avocados) support muscle recovery naturally. If you’re sweating heavily or exercising in heat, an electrolyte drink or tablet is worth adding.

When Muscle Pain Is a Red Flag

Normal muscle soreness is uncomfortable but manageable and improves steadily over a few days. Certain symptoms point to something more serious, including a condition called rhabdomyolysis, where damaged muscle tissue breaks down rapidly and releases proteins that can damage the kidneys. The CDC identifies three warning signs that require immediate medical attention: muscle pain that is far more severe than you’d expect from the activity, dark urine that looks like tea or cola, and unusual weakness or fatigue where you can’t complete tasks you’d normally handle without trouble.

These symptoms can appear together or individually. They’re most common after extreme exertion, exercising in high heat, or returning to intense activity after a long break. Earlier treatment leads to better outcomes, so if something feels significantly off, don’t wait to see if it improves on its own.
