Post-workout soreness typically peaks 24 to 72 hours after exercise and resolves on its own within a few days. But you don’t have to just wait it out. A combination of light movement, smart nutrition, temperature therapy, and quality sleep can meaningfully reduce how sore you feel and how quickly your muscles bounce back.
Why Your Muscles Get Sore in the First Place
That stiff, achy feeling after a tough workout is called delayed onset muscle soreness, or DOMS. It’s caused by microscopic structural damage to your muscle fibers, particularly during movements where the muscle lengthens under load (think: lowering a heavy weight, running downhill, or the “down” phase of a squat). When the force exceeds what your muscle fibers can handle at that microscopic level, tiny tears form in the internal structure of the cells.
Your body responds to this damage by triggering a local inflammatory process. Fluid accumulates around the damaged fibers, proteins break down, and your immune system kicks into cleanup mode. This inflammation is actually the first step of repair, but it’s also what makes you sore, stiff, and weaker for a few days. The soreness isn’t from lactic acid buildup, which clears within an hour or two of finishing exercise. It’s from the structural damage and the inflammatory cascade that follows.
Understanding this matters because it tells you something useful: anything that supports your body’s natural repair process or manages that inflammation will help you recover faster.
Move Lightly on Rest Days
Sitting still when you’re sore feels instinctive, but light movement is one of the most effective things you can do. Active recovery increases blood flow to damaged tissues, delivering nutrients and clearing inflammatory byproducts without adding further stress to the muscle.
You don’t need much. Six to 10 minutes of low-intensity movement at roughly 50 to 60 percent of your maximum effort after a workout can help reduce inflammation and muscle breakdown. On rest days, a 20- to 30-minute walk, easy bike ride, or gentle swim serves the same purpose. The key is keeping the effort genuinely easy. If you’re breathing hard or your muscles are burning, you’ve gone too far.
If you train five to seven days a week, replacing one or two sessions with active recovery days helps prevent overtraining. If you train three to four days a week, adding an extra active recovery day between sessions keeps blood flowing without piling on more damage.
Use Cold Early, Heat Later
Cold therapy works best in the first day or two after a hard workout. The chill constricts blood vessels, which numbs pain, limits swelling, and slows the initial inflammatory response. Apply a bag of crushed ice or a frozen gel pack to the sorest areas for 10 to 15 minutes at a time. Don’t go past 20 minutes per session, as prolonged cold can damage skin.
Once the initial inflammation settles (usually after 48 hours or so), switching to heat is more helpful. Warm baths, heating pads, or hot showers increase blood flow, relax tight muscles, and improve range of motion in stiff joints. If you’re soaking in a bath or hot tub, aim for a water temperature between 92 and 100 degrees Fahrenheit. Keep warming sessions under 20 minutes.
Some people find alternating between the two helpful, starting with ice in the acute phase and transitioning to heat as stiffness becomes the dominant symptom.
Foam Roll for 30 to 60 Seconds Per Area
Foam rolling won’t undo the muscle damage, but it can reduce the sensation of soreness and improve how well you move while recovering. The research points to a specific approach: slow, steady rolling over each muscle group for 30 to 60 seconds per bout, repeated three to five times with 10 to 30 seconds of rest between sets. That means spending roughly three to five minutes total per sore area.
Roll slowly and pause on tender spots rather than racing back and forth. You can foam roll immediately after a workout as part of your cooldown, on rest days, or both. It’s particularly effective for large muscle groups like quads, hamstrings, glutes, and the upper back.
Eat Enough Protein to Fuel Repair
Your muscles can’t rebuild without adequate protein. People who exercise regularly need about 1.1 to 1.5 grams of protein per kilogram of body weight per day. If you lift weights or train for endurance events, that range increases to 1.2 to 1.7 grams per kilogram. For a 150-pound (68 kg) person, that’s roughly 82 to 116 grams of protein daily.
Spreading your intake across meals matters more than hitting one giant dose. Aim for 20 to 40 grams per meal, including a protein-rich meal or shake within a couple of hours after training. Good sources include chicken, fish, eggs, Greek yogurt, cottage cheese, legumes, and whey or plant-based protein powders.
Tart Cherry Juice
Tart cherry juice has become one of the more well-studied recovery foods. The natural compounds in tart cherries help manage inflammation and may reduce soreness after intense exercise. The typical dosage used in research is the equivalent of about 50 to 60 cherries per serving, taken twice a day (once in the morning, once in the evening). Most studies have participants start drinking it for several days before a hard effort and continue for two days after. You can find concentrated tart cherry juice blends at most grocery stores. An 8- to 12-ounce serving twice daily is the common protocol.
Prioritize Sleep Above Everything Else
Sleep is when the bulk of your muscle repair happens, and cutting it short has measurable consequences. One night of sleep deprivation reduces muscle protein synthesis by 18 percent. At the same time, the stress hormone cortisol rises by 21 percent and testosterone drops by 24 percent. Both of those hormonal shifts work against recovery, slowing repair and increasing the sensation of soreness.
Seven to nine hours is the standard recommendation, but the quality matters too. A cool, dark room, a consistent bedtime, and limiting screens before bed all help you spend more time in the deep sleep stages where growth hormone release peaks. If you had a particularly brutal workout, this is the single most important recovery tool you have.
Stay Hydrated
Dehydrated muscles are stiffer and more pain-sensitive. Water helps transport nutrients to damaged tissues and flush out metabolic waste. There’s no magic number that works for everyone, but a practical gauge is your urine color: pale yellow means you’re well hydrated, dark yellow means you need more fluids. During and after exercise, replace what you’ve lost through sweat. Adding electrolytes (sodium, potassium, magnesium) helps if you’ve been sweating heavily.
Magnesium in particular plays a role in muscle relaxation. Many people don’t get enough from food alone. A daily supplement of 200 to 400 mg, taken with meals or before bed, can help with muscle tightness and cramping.
When Soreness Signals Something Serious
Normal DOMS feels like generalized achiness and stiffness that gradually improves over three to five days. Rhabdomyolysis is a rare but dangerous condition where muscle fibers break down so severely that their contents leak into the bloodstream and can damage the kidneys. The warning signs are distinct from regular soreness: severe muscle pain and weakness that doesn’t improve, significant swelling, and most notably, urine that turns brown, red, or tea-colored. Symptoms typically develop one to three days after a muscle injury. If you notice dark urine after an unusually intense workout, especially one you weren’t conditioned for, get medical attention immediately. Rhabdomyolysis can be life-threatening but is treatable when caught early.
