How to Get Rid of Muscle Soreness After a Workout

Muscle soreness after a workout typically peaks 24 to 72 hours later, and while you can’t eliminate it entirely, several strategies meaningfully reduce its intensity and duration. This type of soreness, known as delayed onset muscle soreness (DOMS), is a normal response to exercise your body isn’t fully adapted to. Here’s what actually works to speed your recovery.

Why Your Muscles Get Sore in the First Place

For years, the standard explanation was that exercise creates tiny tears in muscle fibers. That’s only part of the story. More recent research points to inflammation in the connective tissue surrounding your muscle fibers, not just the fibers themselves, as the primary driver of soreness. When you exercise, especially with movements that lengthen muscles under load (think: the lowering phase of a squat or running downhill), your body sends immune cells like neutrophils and macrophages to the area. These cells release signaling molecules that stimulate pain receptors in the muscle, producing that familiar stiffness and tenderness.

What used to be interpreted as “damage” under a microscope may actually represent your muscles remodeling and adapting. This is why soreness decreases over time as you repeat the same type of exercise. Your body gets better at handling it. The goal isn’t to prevent this process entirely, since it’s part of getting stronger, but to manage the discomfort and recover faster.

Light Movement Beats Complete Rest

The single most accessible recovery tool is light movement on your rest days. Active recovery at 30% to 60% of your maximum heart rate increases blood flow to sore muscles without adding meaningful stress. For most people, that means an easy walk, a slow bike ride, or a gentle swim. You’re not trying to break a sweat or challenge yourself. You’re just getting blood moving.

This works because increased circulation helps clear metabolic byproducts from the tissue and delivers nutrients that support repair. If you’re unsure what 30% to 60% of your max heart rate feels like, it’s the intensity where you can hold a full conversation without any breathlessness.

Foam Rolling: Keep It Under Two Minutes

Foam rolling can reduce soreness and improve range of motion when done correctly. The key is duration: roll each muscle group for about one minute, and don’t exceed two minutes on any single area. If you hit a particularly tight knot, you can hold pressure on it with a textured roller, but keep that sustained pressure under 30 seconds.

Roll slowly and deliberately. Fast, aggressive rolling tends to cause your muscles to tense up rather than release. Focus on the major groups that feel sore, like quads, hamstrings, calves, or your upper back, and avoid rolling directly over joints or bones.

Cold Water Immersion

Ice baths are a staple of athletic recovery culture, but the evidence is more nuanced than the hype suggests. A randomized controlled trial testing various cold water protocols found that 10 minutes of immersion at about 43°F (6°C) produced the lowest soreness levels, but the difference wasn’t statistically significant compared to shorter immersions, warmer temperatures, or even contrast baths alternating warm and cold. Changing the water temperature, duration, or number of rounds had minimal effect on outcomes.

That said, many people find cold exposure subjectively helpful. If you don’t have access to an ice bath, a cold shower for the last few minutes of your rinse is a reasonable alternative. Just don’t expect dramatic results from dialing in the “perfect” temperature or timing.

Massage and When to Schedule It

Massage reduces DOMS most effectively when timed to the 24 to 48 hour window after your workout. This applies to both weightlifting and endurance training. For high-intensity interval sessions or heavy conditioning, extending that window to 24 to 72 hours still provides benefit, depending on how hard you pushed.

Light, gentle massage on the same day as your workout can help with circulation after shorter or less intense sessions. But for deeper sports massage aimed at reducing next-day soreness, waiting a day gives your body time to begin its inflammatory response, which is when massage can most effectively promote recovery. You don’t need a professional every time. Self-massage with your hands, a massage gun, or a lacrosse ball follows the same general timing principles.

What to Eat and Drink for Recovery

Protein is the most important nutritional factor for muscle recovery. Consuming protein within a few hours of your workout provides the amino acids your muscles need to repair. A general target of 20 to 40 grams of protein per meal, spread across the day, supports recovery more effectively than loading it all into one sitting.

Branched-chain amino acid (BCAA) supplements are popular in fitness circles. The standard formulation uses a 2:1:1 ratio of the three amino acids involved, with a daily dose of roughly 200 mg per kilogram of body weight. For someone weighing 165 pounds, that’s about 15 grams per day. However, if you’re already eating adequate protein from food, standalone BCAA supplements offer limited additional benefit.

Tart cherry juice has gained attention as an anti-inflammatory recovery drink due to its high concentration of antioxidant compounds. Some research shows it can improve endurance exercise performance when consumed for a week or a few hours before training. But the evidence for reducing muscle soreness specifically is inconsistent. A 2023 study in recreationally active women found that concentrated tart cherry supplementation for eight days didn’t improve soreness or muscle function. The variety of doses and forms used across studies makes it hard to recommend a specific amount.

Should You Take Ibuprofen for Soreness?

Reaching for anti-inflammatory painkillers is tempting, but it comes with a tradeoff. High doses of ibuprofen (1,200 mg) have been shown to inhibit muscle protein synthesis immediately after resistance training, which could slow the very adaptation you’re training for. A moderate dose of 400 mg, on the other hand, did not impair muscle growth or strength in a study of people doing repeated resistance training sessions. That same moderate dose also didn’t significantly reduce soreness ratings.

So the picture is this: low doses probably won’t hurt your gains, but they also won’t help your soreness much. Higher doses might blunt the pain but could interfere with long-term muscle building. For occasional use after an unusually tough session, a moderate dose is unlikely to cause problems. But relying on painkillers as a regular recovery strategy isn’t ideal.

Compression Garments

Wearing compression sleeves, tights, or socks after exercise can help reduce swelling by applying gentle pressure that limits fluid buildup in the tissue. For general post-workout recovery, garments in the 15 to 20 mmHg pressure range are appropriate. Higher pressure levels (20 to 30 mmHg) are typically reserved for more intense recovery needs or medical conditions.

Compression works best when worn in the hours following your workout. Many athletes wear them during sleep after a hard training day. The effect is modest but can complement other strategies, especially after lower-body sessions where swelling tends to be more noticeable.

When Soreness Isn’t Normal

Typical DOMS is uncomfortable but manageable. It peaks within a couple of days and gradually resolves. Rhabdomyolysis is a rare but serious condition where muscle tissue breaks down rapidly and releases proteins into the bloodstream that can damage the kidneys. The CDC identifies three key warning signs that separate rhabdomyolysis from ordinary soreness:

  • Muscle pain far more severe than expected for the workout you did
  • Dark, tea- or cola-colored urine
  • Unusual weakness or fatigue, including inability to complete tasks you could normally handle

If you notice dark urine after an intense workout, especially one involving a new exercise, extreme heat, or a dramatic jump in training volume, seek medical attention. The only accurate test for rhabdomyolysis is a blood test measuring creatine kinase levels. Urine dipstick tests are unreliable because the relevant protein clears the body quickly, while elevated blood markers can persist for days.

The Most Effective Overall Approach

No single strategy eliminates post-workout soreness. The most practical approach combines several low-effort habits: eat enough protein throughout the day, do light movement on rest days, foam roll sore areas for one to two minutes each, and stay hydrated. Sleep is also a powerful and underrated recovery tool, since growth hormone release and tissue repair peak during deep sleep.

The most reliable long-term fix is progressive training. Gradually increasing your workout intensity gives your muscles time to adapt, and the repeated bout effect means an exercise that left you barely able to walk the first time will produce far less soreness after a few consistent weeks.
