How to Get Rid of Post-Workout Muscle Soreness

Post-workout soreness typically peaks between 24 and 72 hours after exercise and fades within five days. You can speed that process along with a combination of movement, self-massage, temperature therapy, and smart nutrition. Here’s what actually works, what doesn’t, and when soreness signals something more serious.

Why Your Muscles Get Sore in the First Place

When you push your muscles harder than they’re used to, especially with movements that lengthen the muscle under load (think: the lowering phase of a squat or running downhill), the effort creates microscopic tears in your muscle fibers. Your body responds by triggering a local inflammatory reaction, sending immune cells and fluid to the damaged area to begin repairs. That inflammation is what makes your muscles feel stiff, tender, and achy.

You may have heard that lactic acid causes the soreness. It doesn’t. Lactic acid clears from your muscles within minutes to hours after exercise. The delayed soreness that shows up a day or two later is entirely driven by those micro-tears and the inflammatory cleanup that follows. This is why the soreness starts one to three days after your workout rather than during it.

Move at Low Intensity

The single most accessible remedy is light movement. A walk, an easy bike ride, or gentle swimming at about 50 to 60 percent of your normal effort increases blood flow to damaged muscles. That extra circulation flushes out cellular waste products from the repair process and delivers the nutrients your muscles need to rebuild. Research from UW Medicine shows that even six to ten minutes of low-intensity activity after a workout can reduce inflammation and muscle breakdown.

Active recovery doesn’t mean pushing through pain. The goal is gentle enough movement that your heart rate rises slightly without loading the sore muscles further. A 20-minute walk or a light yoga session the day after a hard leg workout is a good example. Sitting still for days feels protective, but it actually slows the process down.

Foam Rolling and Self-Massage

Foam rolling works, though the effect is modest. A systematic review and meta-analysis found that foam rolling produces small to moderate reductions in perceived soreness, with the biggest benefits appearing 24 to 48 hours after the initial exercise. Rolling immediately after a workout has minimal impact, so don’t stress about doing it the second you finish your last set. The real payoff comes when you roll the following day or two.

Spend about 60 to 90 seconds per muscle group, applying steady pressure and moving slowly over the sore areas. You’re not trying to “break up” anything. The primary benefit appears to come from stimulating blood flow and temporarily reducing the sensitivity of pain receptors in the tissue. Use Temperature to Your Advantage

Cold exposure and contrast therapy (alternating between hot and cold water) both help with soreness, though they work differently. Cold narrows blood vessels and reduces swelling. Heat opens them up and promotes blood flow. Alternating between the two creates a pumping effect that moves fluid through the tissue faster.

For contrast therapy, research uses cold water at or below 15°C (about 59°F) and hot water above 35°C (95°F), alternating in cycles for a total of 6 to 18 minutes. A practical home version: end your shower by alternating between the coldest and hottest water you can comfortably tolerate, switching every 30 to 60 seconds for a few minutes. If cold-only appeals to you more, a 10-minute ice bath or cold shower focused on the sore areas can also dull the ache, particularly in the first 24 hours.

Eat and Drink for Recovery

Your muscles can’t repair without raw materials. Protein is the obvious priority. Consuming 20 to 40 grams of protein within a couple of hours after your workout gives your body the amino acids it needs to patch those micro-tears. Spacing protein intake across the day matters more than obsessing over a single post-workout window, but don’t skip that meal either.

Tart cherry juice has gotten attention as a natural anti-inflammatory for exercise recovery. Some research suggests it may improve endurance performance and reduce markers of muscle damage when consumed for several days leading up to intense exercise. The evidence is mixed, though. A 2023 study in recreationally active women found no improvement in muscle soreness or function from concentrated tart cherry supplements. If you enjoy it, it won’t hurt, but don’t expect dramatic results.

Magnesium plays a quieter but meaningful role. It acts as a natural muscle relaxant by blocking certain pain receptors and regulating calcium flow into cells, which helps muscles release tension. Its anti-inflammatory properties may also support recovery after exercise-induced damage. Many active people fall short on magnesium intake. Supplementing with 300 to 500 mg per day, ideally about two hours before exercise, is a protocol that several studies have used. Forms like magnesium glycinate and magnesium lactate tend to be better absorbed than magnesium oxide.

Should You Take Ibuprofen?

Over-the-counter anti-inflammatories like ibuprofen will reduce soreness, but there’s a catch. At high doses (1,200 mg per day), ibuprofen has been shown to blunt muscle protein synthesis, the very process that rebuilds your muscles stronger after a workout. At moderate doses (around 400 mg per day), one study found no interference with muscle growth or strength gains, but also no meaningful reduction in soreness ratings compared to placebo.

The takeaway: if soreness is genuinely limiting your ability to function, a moderate dose of ibuprofen for a day or two is unlikely to derail your progress. But using it routinely after every workout, especially at higher doses, may undermine the adaptation you’re training for. Your body’s inflammatory response to exercise isn’t a malfunction. It’s part of how muscles get stronger.

The Soreness Timeline

Knowing what to expect makes it easier to be patient. Soreness typically begins 12 to 24 hours after your workout, peaks somewhere between 24 and 72 hours, then gradually fades over the next few days. Most episodes resolve within five days. Each day should feel slightly better than the one before. The first time you do a new exercise or dramatically increase intensity, expect the worst soreness. Your muscles adapt quickly, and repeating the same workout within a week or two will produce noticeably less soreness.

When Soreness Is a Warning Sign
