How to Get Rid of Shin Splints and Run Again

Getting rid of shin splints requires a combination of rest, targeted exercises, and changes to how you move. Most cases resolve within 2 to 6 weeks with conservative treatment, though more severe injuries can take up to 4 months. The key is not just waiting for the pain to stop, but actively addressing the muscle weaknesses and movement patterns that caused the problem.

Start With Rest and Ice

The first step is reducing the load on your shins. Stop the activity that triggered the pain, whether that’s running, jumping, or long marches. There’s no single prescribed rest period that works for everyone. Recovery depends on how severe the injury is and how long you trained through the pain before backing off. Ice the inner edge of your shinbone for 15 to 20 minutes several times a day during the first week or two to manage inflammation.

Rest doesn’t mean doing nothing. You can stay active with low-impact exercise like swimming, cycling, or using an elliptical. The goal is to avoid the repetitive pounding that irritates the bone and surrounding tissue while keeping your fitness base intact.

Strengthen the Right Muscles

Stretching alone won’t fix shin splints. Strengthening is what prevents them from coming back. A good rehab plan targets three areas: the muscles around your ankle and foot, your calf, and your glutes.

  • Ankle and foot muscles: Start with simple resistance exercises like tracing the alphabet with your foot or using a resistance band to work your ankle in all directions. As pain allows, progress to single-leg balance work, which forces the small stabilizing muscles in your foot and lower leg to engage.
  • Calf muscles: Tight or weak calves transfer more stress to the shinbone. Stretch both the larger calf muscle (straight-knee calf stretch) and the deeper one (bent-knee calf stretch). Add calf raises once you’re pain-free, starting with both legs and progressing to single-leg raises.
  • Glutes and hips: Weak hip muscles let your leg collapse inward with each stride, increasing stress on the shin. Lateral band walks, clamshells, and single-leg squats build the hip strength needed to control your leg during impact.

Rehabilitation typically moves through phases. In the first phase, you focus on pain-free range of motion and non-weight-bearing strengthening. The second phase adds resistance and weight-bearing exercises. The third phase introduces single-leg balance and sport-specific movements. Rushing through these phases is the most common reason shin splints return.

Fix How You Run

If running caused your shin splints, returning to the exact same form is a recipe for re-injury. Small changes to your running technique can dramatically reduce the force your shinbone absorbs with every step.

The most effective single change is increasing your step rate (cadence) by about 10%. This naturally shortens your stride, which means your foot lands closer to your body rather than out in front of it. A 10% cadence increase reduces the peak impact force on the tibia by roughly 11 to 15%. You can use a metronome app or music with a set beat to practice this.

Foot strike matters too. Runners who land on their forefoot experience up to 68% lower loading rates on the shin compared to heel strikers. That’s a massive difference. You don’t necessarily need to become a full-time forefoot striker, but avoiding a heavy heel-first landing, especially with an outstretched leg, reduces the shock that travels up your shinbone.

Slowing down also helps during the return phase. Reducing your pace by just 10% lowers peak tibial impact by about 13%. There’s no shame in running slower while you rebuild.

Consider Insoles or Orthotics

Shoe inserts can help, particularly if you have flat feet or your arches collapse when you run. Studies in military populations have shown that orthotics reduce shin pain, though the evidence doesn’t clearly favor custom-made insoles over quality prefabricated ones. A good off-the-shelf insert with arch support is a reasonable first step before investing in custom orthotics. Make sure your running shoes aren’t worn out either. Most running shoes lose their cushioning and support after 300 to 500 miles.

How Long Recovery Takes

Recovery timelines vary widely based on severity. Tibial stress injuries are graded on a scale from 1 to 4 using MRI findings, and each grade has a different expected timeline:

  • Grade 1 (mild): Return to running in about 2 to 4 weeks
  • Grade 2 (moderate): Return to running in 4 to 6 weeks
  • Grade 3 (severe): Return to impact activity in 6 to 9 weeks
  • Grade 4 (stress fracture): Requires immobilization for about 6 weeks, then an additional 6 weeks before impact activity

Most people with typical shin splints fall into grades 1 or 2. If your pain is sharp, localized to one small spot on your shin, and hurts even when walking, that pattern is more consistent with a stress fracture than standard shin splints. Shin splints tend to cause a diffuse aching along several inches of the inner shinbone that’s worst at the start of exercise and eases as you warm up. A stress fracture produces pinpoint tenderness that gets worse with continued activity. MRI can distinguish between the two, so persistent or worsening pain warrants imaging.

When You’re Ready to Run Again

Don’t use the absence of pain while sitting at your desk as your green light. Your body needs to pass some functional tests before running is safe again. The benchmarks used by sports medicine clinics include being able to walk for 30 minutes with no pain, performing 20 heel touches on a step with good control, completing hopping drills without pain or compensation, and tolerating about 200 to 250 foot contacts (roughly a third of a mile of running) without symptoms.

Once you meet those benchmarks, start with a run-walk program. Alternate 1 to 2 minutes of easy jogging with walking breaks, gradually increasing the running intervals over 2 to 3 weeks. Increase your total weekly running volume by no more than 10% per week. If pain returns during any session, drop back to the previous level for another week before trying again.

The biggest predictor of recurring shin splints is doing too much too soon. Building back slowly, with the strength work and gait changes in place, is what turns a frustrating cycle of injury into a one-time setback.
