Sore legs after exercise typically peak one to three days after your workout and resolve within five days. The fastest way to get relief is a combination of light movement, foam rolling, and basic nutrition strategies. Here’s what actually works, what’s overhyped, and how to speed up your recovery.
Why Your Legs Are Sore in the First Place
The soreness you feel a day or two after a tough workout is called delayed onset muscle soreness, or DOMS. For years, the standard explanation was that exercise creates tiny tears in your muscle fibers. That’s partially true: intense activity, especially movements where your muscles lengthen under load (think running downhill, doing lunges, or lowering heavy weights), overstretches the internal structures of your muscle cells. But more recent research suggests the soreness itself comes less from damage to the muscle fibers and more from inflammation in the connective tissue surrounding them.
Your body sends inflammatory signals to the area, which stimulate pain receptors in the muscle. This is a normal part of the repair and adaptation process. It’s also why soreness doesn’t hit immediately. It takes time for that inflammatory cascade to build, which is why you feel fine right after your workout but struggle to walk down stairs the next morning.
Move Lightly to Reduce Soreness Faster
The most counterintuitive remedy for sore legs is also one of the most effective: keep moving. Light activity increases blood flow to your muscles, which helps flush out inflammatory byproducts and deliver nutrients for repair. You don’t need a full workout. A 10 to 15 minute walk, easy cycling, or gentle swimming at roughly 50 to 60 percent of your maximum effort is enough to make a noticeable difference.
Sitting still all day tends to make sore legs feel stiffer and more painful. If your legs are very sore, even a short cooldown walk after your next workout can reduce the inflammation and muscle breakdown that contribute to prolonged soreness.
Foam Rolling: Less Time Than You Think
Foam rolling is one of the more reliable tools for reducing leg soreness, and you don’t need to spend long doing it. Research from James Madison University found that just three minutes of foam rolling on sore muscles was enough to reduce soreness without any loss of muscle function. Longer sessions (nine minutes) didn’t produce better results.
The technique is straightforward: place your body weight onto the roller at the top of the muscle group (for your quads, start near your hip) and slowly roll down to the bottom (just above your knee), then back up. Repeat for about one minute per area. Apply gentle, steady pressure rather than grinding into the most painful spots. Roughly 90 to 120 seconds of gentle pressure on a sore area can help the surrounding tissue restore its normal length and tension. Hit your quads, hamstrings, and calves individually, and you’re done in three minutes.
What to Eat and Drink for Recovery
Your muscles need protein to repair, and how much you consume daily matters more than the exact timing. Sports nutrition experts generally recommend 1.6 to 2.2 grams of protein per kilogram of body weight per day if you’re regularly exercising. For a 150-pound (68 kg) person, that’s roughly 109 to 150 grams of protein spread across your meals. The specific timing, whether you eat it immediately after your workout or an hour later, is less important than hitting that daily target consistently.
Hydration also plays a role. Dehydrated muscles recover more slowly and cramp more easily. If your urine is dark yellow after a workout, you’re behind on fluids.
Tart Cherry Juice
Tart cherry juice has become a popular recovery drink, and there’s reasonable evidence behind it. The natural compounds in tart cherries help reduce exercise-induced inflammation. The typical dose used in studies is about 240 to 480 mL (roughly 8 to 16 ounces) per day. Some people drink it before and after intense training days. It’s not a miracle cure, but it can take the edge off.
Magnesium
If you’re prone to muscle cramps alongside your soreness, magnesium may help. The most commonly studied effective dose is 300 to 500 milligrams of elemental magnesium per day, sometimes split into two doses. Doses below 250 milligrams generally don’t do much unless you’re already deficient. Magnesium is worth trying if you exercise intensely and don’t eat many magnesium-rich foods like nuts, seeds, leafy greens, and whole grains.
Contrast Baths and Temperature Therapy
Alternating between hot and cold water is a technique used by athletes to manage leg soreness. The idea is that cold constricts blood vessels while heat dilates them, creating a pumping effect that moves fluid through sore tissues. A common protocol is alternating one minute of cold water with one to two minutes of hot water, repeating for a total of 6 to 15 minutes. You can do this with two buckets, in the shower by toggling the temperature, or by alternating between a cold plunge and a hot tub.
Cold alone (ice baths, cold showers) can temporarily numb pain and reduce swelling, but the evidence on whether it actually speeds recovery is mixed. If it makes your legs feel better in the moment, that’s a reasonable use. Just know that some researchers think reducing inflammation too aggressively could slow the adaptation process that makes your muscles stronger over time.
Ice, Rest, Compression, and Elevation
The classic RICE method (rest, ice, compression, elevation) is familiar advice, but its evidence base is weaker than most people assume. The doctor who originally described the protocol later acknowledged it wasn’t well-founded in clinical evidence. Some providers still recommend it for immediate relief after a hard session or minor injury, but there’s no strong proof that compression or elevation alone accelerate recovery from standard muscle soreness. Ice can reduce pain temporarily, and resting a very sore muscle for a day is reasonable, but prolonged rest tends to be less effective than light movement.
If your legs are sore from exercise rather than an acute injury, active recovery will likely serve you better than lying on the couch with ice packs.
Normal Soreness vs. Something More Serious
Standard exercise soreness builds gradually over 24 to 48 hours, feels like a dull ache or stiffness across the whole muscle, and fades within five days. A pulled muscle is different: the pain is immediate, sharp, and located in one specific spot. It’s often accompanied by swelling, bruising, or difficulty moving the nearby joint.
Look for redness, bruising, or focused swelling in one area. These are signs your body is dealing with something beyond normal soreness. If your leg pain hasn’t improved after a week, the area feels numb, or you can’t bear weight on the leg, those warrant medical attention. Sudden calf swelling and pain that wasn’t triggered by exercise, especially if the skin feels warm to the touch, can be a sign of a blood clot and needs prompt evaluation.
Preventing Soreness Next Time
You can’t eliminate DOMS entirely, but you can reduce its severity. The biggest factor is how quickly you ramp up new exercises. Soreness is worst when you do something your muscles aren’t adapted to, particularly movements with a strong eccentric (lowering) component. Increasing your training volume by no more than about 10 percent per week gives your muscles time to adapt without excessive soreness.
A brief cooldown of 6 to 10 minutes at low intensity after your workout can reduce inflammation and muscle breakdown. And consistently eating enough protein gives your body the raw materials to repair between sessions. Over time, as your muscles adapt to your routine, the same workouts that once left you hobbling will produce little to no soreness at all. That’s not a sign the workout stopped working. It’s a sign your body got stronger.
