Swollen legs happen when fluid builds up in the tissue outside your blood vessels, usually pooling in the lower legs and ankles because of gravity. The good news: most cases respond well to a combination of simple home strategies. Elevation, compression, movement, and dietary changes can make a noticeable difference, often within days.
Why Legs Swell in the First Place
Your body constantly moves fluid between your bloodstream and the surrounding tissue. When the pressure inside your blood vessels pushes out more fluid than your lymphatic system can drain back, that excess fluid collects in the spaces between your cells. This is edema.
Several things can tip that balance. Sitting or standing for long stretches lets gravity pull fluid downward. High salt intake draws extra water into your tissues. Heart, kidney, or liver problems can raise pressure in your veins or reduce the proteins that normally keep fluid from leaking out. Pregnancy, certain medications (especially blood pressure drugs and anti-inflammatories), and vein problems like varicose veins are other common culprits. Identifying the underlying cause matters, because the best approach depends on what’s driving the swelling.
Elevate Your Legs the Right Way
Leg elevation is the simplest and fastest way to move trapped fluid back toward your core. The key detail most people miss: your legs need to be above the level of your heart, not just propped on an ottoman. Lie on your back and rest your legs on a stack of pillows, a wedge cushion, or the arm of a couch so your ankles sit higher than your chest. Aim for about 15 minutes per session, three to four times a day. If your swelling is mild, you may notice your ankles look slimmer after even one session.
Use Compression Stockings
Compression stockings apply graduated pressure to your legs, squeezing tightest at the ankle and gradually loosening toward the knee or thigh. This helps push fluid upward and prevents it from pooling again after you’ve elevated.
Over-the-counter options typically come in two pressure ranges. Mild support (15 to 20 mmHg) works well for minor swelling, long flights, or jobs that keep you on your feet. Moderate support (20 to 30 mmHg) is the most commonly prescribed level for ongoing lower-leg edema and is still available without a prescription at most pharmacies. Firmer stockings at 30 to 40 mmHg or above are reserved for more severe cases and should be fitted with guidance from a clinician, since stockings that are too tight can actually restrict circulation.
Put compression stockings on first thing in the morning, before gravity has had a chance to pull fluid into your legs. They’re harder to get on once swelling has already set in.
Move Your Calf Muscles
Your calf muscles act as a pump. Every time they contract, they squeeze the veins in your lower legs and push blood back toward your heart. When you sit still for hours, that pump shuts off and fluid accumulates.
Walking is the most effective way to activate this pump, but even small movements help. Ankle pumps are one of the easiest exercises you can do from a chair, bed, or couch: point your toes toward your knees as far as you can, then point them away from you as far as you can. Alternate back and forth for two to three minutes, and repeat two to three times per hour. This is especially useful during long car rides, flights, or desk-bound workdays when getting up to walk isn’t practical.
If you can stand, calf raises work the same pump more vigorously. Rise onto your toes, hold for a second or two, then lower back down. Even 10 to 15 repetitions a few times a day keeps fluid moving.
Cut Back on Sodium
Sodium makes your body hold onto water. The more salt you eat, the more fluid your tissues retain. For people with fluid retention, keeping sodium under 2,000 mg per day is a widely recommended target. That’s roughly one teaspoon of table salt, but most excess sodium comes from packaged and restaurant food rather than the salt shaker.
Canned soups, deli meats, frozen meals, soy sauce, and bread are some of the biggest hidden sources. Reading nutrition labels and choosing “low sodium” versions of staples can cut your intake significantly without overhauling your entire diet. Many people notice a reduction in puffiness within a few days of dropping their sodium intake, because the kidneys start flushing the extra water they were holding onto.
Stay Hydrated
It sounds counterintuitive, but drinking enough water actually helps reduce fluid retention rather than making it worse. When you’re dehydrated, your body responds by holding onto whatever water it already has, which can worsen swelling. Staying well hydrated signals your kidneys that it’s safe to release excess fluid. Plain water is ideal. There’s no magic number for everyone, but a good general target is six to eight glasses a day, adjusted up if you’re active or in hot weather.
Horse Chestnut Seed Extract
If your leg swelling is related to weak or leaky veins (chronic venous insufficiency), horse chestnut seed extract is one of the few herbal supplements with solid clinical evidence behind it. Multiple randomized controlled trials have shown it reduces lower-leg volume and ankle circumference. One study found a 22 percent decrease in the rate at which fluid leaked through capillary walls. Participants in two placebo-controlled trials saw significant reductions in leg volume after just two weeks.
The effective dose in studies was standardized to 100 to 150 mg of the active compound (escin) per day, usually split into two doses. Look for products that list the escin content on the label. Horse chestnut is generally well tolerated, but it’s not appropriate if you take blood thinners or have kidney disease.
When Medication Is Needed
When lifestyle changes aren’t enough, doctors often prescribe diuretics, commonly called water pills. These work by preventing your kidneys from reabsorbing salt, which causes you to urinate out more water. Different types act on different parts of the kidney. Some are more potent and used for significant swelling, while others are milder and designed to prevent you from losing too much potassium in the process. Your doctor may combine two types in a single pill to balance effectiveness with safety.
Diuretics can work quickly, sometimes producing noticeable results within hours, but they require monitoring. Losing too much fluid or too many electrolytes can cause dizziness, muscle cramps, or more serious problems. They also treat the symptom rather than the cause, so they’re typically used alongside efforts to manage whatever is driving the swelling, whether that’s heart failure, kidney issues, or venous disease.
Warning Signs That Need Urgent Attention
Most leg swelling is benign, but certain patterns signal something more serious. Swelling in only one leg, especially when paired with pain or cramping in the calf, skin that looks red or purple, or warmth in the affected leg, can indicate a deep vein thrombosis (DVT), a blood clot in a deep vein. DVT can also occur without obvious symptoms, which is why new one-sided swelling always warrants a closer look.
A DVT becomes dangerous if the clot breaks free and travels to your lungs. Seek emergency care if you experience sudden shortness of breath, chest pain that worsens when you breathe or cough, a rapid pulse, dizziness, fainting, or coughing up blood. These are signs of a pulmonary embolism.
Swelling that comes on suddenly in both legs, pits deeply when you press on it and doesn’t spring back, or is accompanied by difficulty breathing may point to a heart or kidney problem that needs prompt evaluation. Gradual swelling that you’ve had for weeks and that responds to elevation is far less likely to be an emergency, but it still deserves a medical workup if it doesn’t improve with the strategies above.
