How to Get Your Energy Back After Being Sick Fast

Recovering from an illness often leaves you feeling drained for days or even weeks after your other symptoms have cleared. This lingering fatigue isn’t laziness or poor sleep habits. Your body is still repairing itself at a cellular level, and pushing too hard too soon can actually set your recovery back. The good news: with the right approach to rest, nutrition, and activity, most people can steadily rebuild their energy over one to four weeks.

Why You Still Feel Exhausted

When your body fights an infection, it redirects enormous resources toward your immune system. One major consequence is that your mitochondria, the tiny structures inside cells that produce energy, take a beating. Infection impairs their ability to produce the chemical fuel your cells run on, while also generating a surge of unstable molecules called reactive oxygen species that cause further cellular stress. Think of it like a factory that’s been running triple shifts during a crisis: the machinery needs maintenance before it can return to normal output.

At the same time, your immune system floods your body with inflammatory signaling molecules. These don’t just stay in your bloodstream. Within each activity, build in scheduled rest breaks. If you think you can handle 30 minutes of something, stop and rest every 15 minutes. Set a timer. The key rule: stop before you feel you need to, not after. Many people find that a fitness tracker or simple activity log helps them spot patterns over time, revealing which activities cost more energy than expected.

Eat to Rebuild

Your body’s calorie and protein needs are significantly higher during recovery than during normal life. During the active recovery phase after a serious illness, clinical nutrition guidelines recommend 25 to 30 calories per kilogram of body weight per day, with protein intake of 1.2 to 2.0 grams per kilogram per day. For a 150-pound person (about 68 kg), that translates to roughly 1,700 to 2,000 calories and 80 to 135 grams of protein daily. During full recovery with increasing physical activity, those targets climb even higher.

This matters because illness breaks down lean body mass, your muscles and functional tissue. Without enough protein and calories, your body can’t rebuild what it lost, and you’ll stay weak longer. Focus on protein-rich foods at every meal: eggs, yogurt, chicken, fish, beans, lentils. If your appetite is still suppressed (common after illness), eating smaller meals more frequently is easier than forcing three large ones.

Carbohydrates are equally important here. Your brain runs almost exclusively on glucose, and your recovering muscles need it to replenish their energy stores. Whole grains, fruits, and starchy vegetables provide steady fuel without the crash that comes from sugary snacks. Healthy fats from nuts, olive oil, and avocado round out recovery nutrition and support the absorption of fat-soluble vitamins.

Vitamins and Supplements

It’s tempting to reach for megadoses of vitamin C, zinc, or vitamin D to speed things along. The reality is more nuanced. The National Institutes of Health has reviewed the evidence for these supplements extensively, particularly in the context of viral illness recovery, and currently finds insufficient data to recommend any specific vitamin, mineral, or supplement for treating or recovering from viral infections.

That said, being deficient in key nutrients will absolutely slow your recovery. If you haven’t been eating well during your illness (and most people haven’t), you may genuinely be low in zinc, vitamin D, B vitamins, or magnesium. A standard daily multivitamin can help fill gaps without the risks that come with megadosing. Zinc above the recommended daily allowance, for example, can cause nausea and interfere with copper absorption. Very high doses of vitamin C offer no proven benefit for recovery in non-hospitalized patients.

The best approach is to prioritize nutrient-dense whole foods first, and use a basic supplement as insurance rather than therapy. If you suspect a specific deficiency (vitamin D is common, especially after being housebound while sick), a simple blood test can confirm it and guide appropriate supplementation.

Sleep More, but Sleep Better

Longer naps can disrupt nighttime sleep, so keep them brief.

One frustrating aspect of post-illness fatigue is that sleep often feels unrefreshing. You can get a full night and still wake up exhausted. This is a recognized feature of post-infectious fatigue and relates to the ongoing inflammatory signaling in your brain. It doesn’t mean sleep isn’t helping. It is. You’d feel considerably worse without it. To improve sleep quality, keep your room cool, avoid screens for an hour before bed, and try to wake at the same time each day even if you went to bed late.

Gradually Increase Physical Activity

Movement helps recovery, but the dose matters enormously. Start with low-intensity activity: a five to ten minute walk around your home or neighborhood. If you tolerate that without a crash the following day, you can slowly increase duration or intensity. A reasonable progression is adding about 10 to 15 percent more activity per week.

When Fatigue Lasts Too Long

Most post-illness fatigue resolves within two to four weeks. If yours persists beyond six weeks, or if it’s getting worse rather than better, that’s worth investigating with a healthcare provider. Prolonged fatigue after infection sometimes signals an underlying issue like anemia, thyroid dysfunction, or a secondary infection that didn’t fully clear.
