How to Get Your Estrogen Levels Up Naturally

Raising estrogen levels depends on why they’re low in the first place. For some people, dietary and lifestyle changes can make a meaningful difference. For others, particularly those in menopause or with a medical condition affecting hormone production, prescription hormone therapy is the most reliable path. The right approach starts with understanding where your levels stand and what’s driving the drop.

How to Know If Your Estrogen Is Low

Estrogen levels naturally fluctuate throughout the menstrual cycle. During the follicular phase (the first half of your cycle), estradiol, the primary form of estrogen, ranges from about 20 to 350 pg/mL. It peaks mid-cycle at 150 to 750 pg/mL, then settles between 30 and 450 pg/mL in the luteal phase. After menopause, levels drop to 20 pg/mL or below.

Prescription estrogen therapy is the most effective way to raise estrogen levels, and it comes in several forms. Systemic options, which release estrogen into your bloodstream to reach tissues throughout your body, include pills, skin patches, topical gels, and sprays. If vaginal dryness is your main concern, local estrogen therapy delivered through a vaginal ring, tablet, or cream targets the tissue directly with a much smaller dose.

If you still have a uterus, your doctor will typically prescribe a progestin alongside estrogen to protect the uterine lining. This combination can come as separate medications or bundled in a single pill or patch.

You may have heard that “bioidentical” hormones are safer or more effective than conventional options. The distinction is less meaningful than marketing suggests. “Bioidentical” simply means the hormone is chemically identical to what your body makes, and many FDA-approved commercial products already contain bioidentical estradiol. Custom-compounded bioidentical hormones from specialty pharmacies aren’t held to the same quality standards as commercial products, so dose and purity can vary from batch to batch. Research has not shown compounded versions offer any advantage over standard prescriptions.

Once you start hormone therapy, expect blood work every three to six months during the first year to track how your levels respond, then every six to twelve months after that.

Foods That Supply Plant Estrogens

Phytoestrogens are plant compounds that weakly mimic estrogen in the body. They won’t raise your blood estradiol levels the way medication does, but regular intake can help ease mild symptoms by activating some of the same receptors.

Soy is the richest dietary source. The isoflavone content per serving breaks down roughly like this:

  • Soybeans, ½ cup: 47 mg
  • Miso, ½ cup: 59 mg
  • Tempeh, 3 ounces: 37 mg
  • Soy milk, 8 ounces: 30 mg
  • Tofu, 3 ounces: 20 mg

Flaxseeds are another strong source. They contain lignans, a different class of phytoestrogen. Two tablespoons of ground flaxseed daily is a common amount used in studies. Other foods with modest phytoestrogen content include chickpeas, lentils, and sesame seeds. Eating these foods consistently matters more than eating large amounts occasionally.

Nutrients That Support Estrogen Levels

Two micronutrients play a supporting role worth paying attention to: boron and vitamin D.

Boron appears to slow the breakdown of estradiol in the body rather than increasing its production. Research suggests it inhibits the enzymes that degrade estrogen, effectively letting more of what you produce (or take as medication) stay active longer. This effect has been observed in postmenopausal women on hormone therapy. Boron is found in dried fruits like prunes and raisins, avocados, nuts, and legumes. Most people get 1 to 3 mg per day from food, and studies showing benefit have used doses in the range of 3 to 6 mg.

Vitamin D interacts with estrogen metabolism through overlapping enzyme pathways, and deficiency is common enough that it’s worth checking. If your levels are low, correcting the deficiency removes one barrier to healthy hormone function.

How Body Composition Affects Estrogen

Fat tissue is an active hormone factory. It contains an enzyme called aromatase that converts androgens (hormones your adrenal glands produce) into estrogen. This is actually the primary source of estrogen in postmenopausal women, since the ovaries are no longer producing significant amounts.

The location of body fat matters. Research on human fat cells found that tissue from the thighs, buttocks, and flanks converts androgens to estrogen at 6 to 30 times the rate of abdominal fat. Herbal Supplements: Limited Evidence

Black cohosh, red clover, dong quai, hops, and licorice root are commonly marketed for menopausal symptom relief. These herbs do contain phytoestrogenic compounds, but the clinical evidence for their effectiveness is weak. The few completed clinical trials have shown placebo response rates above 50% for menopausal symptom relief, making it difficult to separate any real effect from expectation.

That doesn’t mean they’re useless for every individual, but it does mean you shouldn’t rely on them as your primary strategy if your symptoms are significantly affecting your quality of life. They also aren’t regulated with the same rigor as prescription medications, so potency and purity can vary between brands and batches.

Lifestyle Habits That Help

Sleep, stress, and exercise all influence your hormonal environment indirectly. Chronic sleep deprivation disrupts the signaling between your brain and ovaries that regulates hormone production. Consistently getting seven to nine hours supports the normal hormonal rhythms your body depends on.

Moderate exercise helps maintain healthy body composition and improves how your body uses hormones, but extreme endurance training or very high exercise volume without adequate fueling can suppress estrogen. If you’re training intensely and noticing symptoms of low estrogen, scaling back or increasing calorie intake is usually more productive than adding supplements.

Chronic psychological stress elevates cortisol, which can interfere with reproductive hormone production over time. Stress management isn’t a direct estrogen booster, but removing that interference allows your natural hormone cycles to function more normally.
