How to Get Your Glucose Level Down Naturally

The fastest way to bring your glucose level down is to move your body, especially after eating. A walk as short as 10 to 15 minutes after a meal helps your muscles pull glucose out of your bloodstream for energy, reducing the post-meal spike. But if you’re looking for lasting results, lowering glucose takes a combination of what you eat, how you move, and how well you sleep and manage stress. Here’s what actually works.

Walk After You Eat

Exercising soon after a meal helps keep blood sugar in a healthy range because working muscles absorb glucose directly, even without much insulin. You don’t need a gym session. A brisk walk around the block after dinner is enough to blunt a post-meal spike. The American Diabetes Association recommends 150 minutes of moderate exercise per week, ideally broken into 30-minute sessions five days a week, but even shorter bouts after meals make a measurable difference.

Strength training is worth adding too. A single session of resistance exercise (think bodyweight squats, push-ups, or lifting weights) can lower glucose levels for up to 24 hours afterward, comparable to the effect of aerobic exercise like walking or cycling. The combination of both types of exercise gives you the biggest benefit: aerobic activity burns glucose in the moment, and muscle built through resistance training improves your body’s ability to process glucose around the clock.

Pair Carbs With Protein, Fat, and Fiber

Eating carbohydrates alone, like a bowl of white rice or a piece of toast with jam, sends glucose into your blood quickly. Adding protein, fat, or fiber to that same meal slows digestion and spreads the glucose release over a longer period, preventing a sharp spike. Fat in particular creates a “delayed” rise, giving your body more time to handle the incoming sugar.

In practical terms, this means building meals around combinations rather than eating carbs solo. Some examples from the Joslin Diabetes Center:

  • A slice of sprouted grain toast with mashed avocado and a fried egg
  • A cup of blueberries on Greek yogurt with a handful of almonds or walnuts
  • Four to five ounces of chicken or fish with a cup of cooked quinoa, barley, or beans and a side of non-starchy vegetables like broccoli or salad

The principle is simple: never eat a carb naked. Wrap it in fiber, protein, or healthy fat, and your glucose response will look dramatically different.

Choose Carbs That Digest Slowly

Not all carbohydrates hit your bloodstream at the same speed. High-fiber options like beans, lentils, barley, oats, and most whole fruits break down gradually, while refined grains, sugary drinks, and processed snacks cause rapid spikes. Swapping white bread for sprouted grain bread, or replacing white rice with quinoa or farro, can meaningfully change your glucose levels without cutting carbs entirely.

Non-starchy vegetables (broccoli, cauliflower, leafy greens, peppers, cucumbers) are essentially free passes. They’re high in fiber, very low in carbohydrates, and you can eat large volumes without worrying about glucose impact. Loading half your plate with these vegetables is one of the simplest changes you can make.

Drink More Water

Staying well-hydrated helps your kidneys flush excess glucose through urine. Research on people who habitually drink less water found that increasing their intake mildly reduced blood glucose levels, partly because urinary glucose output increased. This isn’t a dramatic effect on its own, but dehydration can concentrate your blood sugar and make readings look worse than they need to. Plain water is ideal. Sugary drinks and fruit juices do the opposite of what you want.

Sleep Enough

Poor sleep directly raises blood sugar. Research from Columbia University found that shortening sleep time increased insulin resistance by nearly 15% overall, and by more than 20% in postmenopausal women. Insulin resistance means your cells don’t respond as well to insulin, so glucose stays elevated in your blood longer. This happens after just a short period of sleep restriction, not months of bad habits.

If you’re doing everything right with diet and exercise but still seeing high readings, check how much you’re sleeping. Consistently getting fewer than six hours per night can undermine your other efforts. Seven to eight hours is the target range most people need for healthy glucose regulation.

Manage Stress

When you’re stressed, your body releases cortisol, a hormone that signals your liver to push stored glucose into your bloodstream. This made sense when our ancestors needed quick energy to escape danger, but chronic stress keeps that signal turned on. Cortisol promotes glucose production by altering enzyme activity in the liver, essentially telling your body to manufacture sugar even when you haven’t eaten anything.

This means you can eat a perfect diet and still see elevated glucose if your stress levels are consistently high. Practical stress reduction looks different for everyone, but regular physical activity, adequate sleep, and deliberate relaxation (deep breathing, time outdoors, hobbies that absorb your attention) all lower cortisol over time.

What About Vinegar and Supplements?

Apple cider vinegar has modest but real evidence behind it. A meta-analysis in Frontiers in Nutrition found that each additional milliliter of daily apple cider vinegar consumption was associated with a roughly 1.25 mg/dL reduction in fasting blood sugar, with significant effects starting at doses above 10 mL per day (about two teaspoons). Most clinical trials used between 15 and 30 mL daily, which is one to two tablespoons. Diluting it in water before meals is the most common approach. The effect is mild, so think of it as a supplement to diet and exercise changes, not a replacement.

Cinnamon and chromium have also shown some benefit. A four-month trial found that a combination of cinnamon extract, chromium, and carnosine decreased fasting blood sugar in overweight pre-diabetic subjects and improved markers of insulin production. However, the improvements in insulin sensitivity were not significantly different from the placebo group, which tempers the enthusiasm. These supplements may offer a small edge for people with prediabetes, but the evidence is far weaker than for exercise and dietary changes.

Know Your Target Numbers

The American Diabetes Association notes that blood glucose targets are individualized based on your age, how long you’ve had diabetes, and what other health conditions you have. That said, general targets for most nonpregnant adults with diabetes are a fasting glucose of 80 to 130 mg/dL and a post-meal reading below 180 mg/dL (measured one to two hours after eating). If you don’t have diabetes, fasting glucose below 100 mg/dL is considered normal, and 100 to 125 mg/dL falls in the prediabetes range.

When High Glucose Becomes an Emergency

If your blood sugar reaches 250 mg/dL or higher when you’re sick, the CDC recommends checking it every four to six hours and testing your urine for ketones. Ketones build up when your body can’t use glucose for energy and starts breaking down fat too quickly, a condition called diabetic ketoacidosis.

Call 911 or go to the emergency room if your blood sugar stays at 300 mg/dL or above, your breath smells fruity, you’re vomiting and can’t keep food or liquids down, or you’re having trouble breathing. Earlier warning signs include extreme thirst, urinating far more than usual, fast deep breathing, dry skin and mouth, and severe fatigue. These symptoms can escalate quickly, especially in people with type 1 diabetes or those who are ill.
