The fastest way to bring down a glucose spike is to move your body, even for just a few minutes. But lasting improvements come from layering several daily habits: how you eat, what you eat, when you move, and how much water you drink. Most of these strategies start working within days, and none require a prescription.
Move Throughout the Day, Not Just After Meals
Exercise is the single most immediate tool you have. When your muscles contract, they pull glucose out of your bloodstream for fuel, which drops your levels in real time. In that study, participants who did roughly four minutes of light jogging every 30 minutes throughout the day had peak glucose readings of 99 mg/dL after breakfast, compared to 115 mg/dL for those who exercised only after meals. That’s a meaningful difference. The researchers also noted that glucose levels rebounded quickly once a single post-meal exercise session ended, while the frequent-movement approach kept levels more stable all day long.
You don’t need to jog. Walking, bodyweight squats, climbing stairs, or even pacing during a phone call all count. The key principle is frequency over intensity. If you sit for most of the day, setting a timer to move for a few minutes every half hour will do more for your glucose than one dedicated 30-minute walk.
Eat Your Carbs Last
The order you eat your food in changes how high your glucose rises afterward. When you eat vegetables, protein, or fat before the carbohydrate portion of a meal, your stomach empties more slowly, and your body releases a gut hormone called GLP-1 that helps regulate the glucose response. In a clinical trial, eating protein and vegetables before carbohydrates reduced post-meal blood glucose by about 6% at both the one-hour and two-hour marks. Insulin levels dropped even more, falling 8% at one hour and 11% at two hours, meaning the body needed less insulin to handle the same meal.

Try Vinegar Before Carb-Heavy Meals
Acetic acid, the active compound in vinegar, appears to improve how your body handles carbohydrates. A review of 16 clinical trials involving over 900 participants found that consuming roughly 1 to 2 tablespoons of vinegar daily improved the glucose response to carb-rich meals. The mechanism likely involves enhanced glucose uptake by your cells, which reduces the amount of insulin your body needs to produce.
The simplest approach is diluting a tablespoon of apple cider vinegar in a glass of water and drinking it shortly before a meal. Don’t take it straight, as undiluted vinegar can damage tooth enamel and irritate your throat. Reduce Refined Carbs and Sugary Drinks
Not all carbohydrates hit your bloodstream at the same speed. White bread, white rice, sugary cereals, fruit juice, and soda deliver glucose rapidly because they contain little fiber or fat to slow absorption. Swapping these for whole-grain versions, whole fruit, or legumes makes a substantial difference without requiring you to count every gram.

A glass of orange juice or a can of regular soda delivers 30 to 40 grams of sugar with nothing to buffer the absorption. Water, unsweetened tea, or sparkling water with a squeeze of citrus are straightforward replacements that eliminate a major source of glucose volatility.
Stay Hydrated
When you’re dehydrated, your blood becomes more concentrated, which raises the glucose reading per unit of blood. Your kidneys also rely on adequate water to flush excess glucose through urine. Drinking enough water throughout the day supports both of these processes. Berberine is a plant compound sold over the counter that has been studied head-to-head against metformin, one of the most commonly prescribed glucose-lowering medications. In a 12-week trial of people with prediabetes, berberine at 500 mg twice daily lowered fasting glucose by an average of 12.6 mg/dL and post-meal glucose by 21.8 mg/dL. Metformin at the same dose produced similar but slightly smaller reductions. HbA1c, a marker of average blood sugar over three months, dropped by 0.31% with berberine and 0.28% with metformin. Gastrointestinal side effects were actually less common with berberine (20% of users) than with metformin (30%).
These are promising numbers, but berberine can interact with other medications and isn’t appropriate for everyone. If you’re already on blood sugar-lowering drugs, combining them with berberine could push your levels too low. Blood sugar below 70 mg/dL causes symptoms like shakiness, sweating, dizziness, and confusion. Below 54 mg/dL, you risk fainting or seizures. Any supplement that actively lowers glucose deserves a conversation with your provider first, especially if you’re on medication.
Stack Strategies for the Biggest Impact
No single habit on this list is as powerful as combining several of them. A realistic day might look like this: oatmeal with berries and nuts for breakfast (fiber first, carbs buffered by fat), a short walk mid-morning, lunch starting with a salad before the sandwich, a tablespoon of vinegar in water before dinner, and consistent sleep. None of these changes are extreme, and each one nudges your glucose curve in the right direction.
