Your metabolism isn’t one single process you can flip like a switch. It’s the total energy your body burns in a day, and most of it happens without you doing anything at all. The good news: several evidence-based strategies can nudge that number higher over time. The key is understanding which levers actually move the needle and which ones are barely worth thinking about.
Where Your Calories Actually Go
Your resting metabolic rate, the energy your body uses just to keep you alive (breathing, circulating blood, maintaining body temperature), accounts for the largest share of your daily calorie burn. The thermic effect of food, meaning the energy it takes to digest and absorb what you eat, adds roughly 10 percent. Physical activity, both structured exercise and everyday movement, makes up the rest.
This breakdown matters because it tells you where the biggest opportunities are. Resting metabolism is the foundation. If you can raise it even modestly, those extra calories add up around the clock, not just during a workout.
Build More Muscle
Muscle tissue is more metabolically expensive than fat. Research from the American Council on Exercise puts the number at roughly 6 to 15 calories per pound of fat-free mass per day, with a commonly cited estimate of about 10 extra calories burned daily for every pound of muscle you add. That sounds small on paper, but gaining five to ten pounds of muscle over a year means 50 to 100 additional calories burned at rest every single day, permanently.
Resistance training is the most reliable way to build that muscle. You don’t need to live in a gym. Two to four sessions per week targeting major muscle groups (legs, back, chest, shoulders) with progressive overload, meaning gradually increasing the weight or reps, is enough to drive meaningful gains. This becomes especially important after age 60, when fat-free mass naturally starts to decline and resting metabolism drops by about 0.7 percent per year.
Move More Outside the Gym
Structured workouts get all the attention, but the calories you burn through everyday movement can be surprisingly large. Researchers at the Mayo Clinic found that non-exercise activity thermogenesis, or NEAT, can vary by up to 2,000 calories per day between two people of similar size. NEAT includes everything from fidgeting and walking to the store to standing at your desk and doing household chores.
If you work a sedentary job, this is one of the easiest wins available. Taking phone calls while walking, using a standing desk for part of the day, parking farther from the entrance, or adding a short walk after meals can collectively shift your daily burn by hundreds of calories without requiring gym clothes or a shower afterward.
Eat More Protein
Not all calories cost the same amount of energy to digest. Protein has the highest thermic effect of any macronutrient: your body uses 15 to 30 percent of protein calories just to break it down and absorb it. Carbohydrates require 5 to 10 percent, and fats just 0 to 3 percent. So if you eat 200 calories of chicken breast, your body might spend 30 to 60 of those calories on digestion alone. The same 200 calories from butter? Essentially zero.
Shifting your diet to include more protein at each meal does double duty. It raises the thermic effect of food and it supports muscle growth, especially when combined with resistance training. Good sources include poultry, fish, eggs, Greek yogurt, legumes, and tofu. Spreading protein intake across meals rather than loading it all into dinner helps sustain the thermic effect throughout the day.
Try Higher-Intensity Exercise
All exercise burns calories, but high-intensity interval training produces a significantly larger and longer-lasting afterburn effect compared to steady-state cardio like jogging at the same pace for 30 minutes. This afterburn, where your body continues consuming extra oxygen and burning calories after you stop exercising, means HIIT keeps your metabolic rate elevated well beyond the workout itself. Steady-state cardio produces a much smaller post-exercise bump with limited effect on prolonged fat burning.
That doesn’t mean you should abandon moderate cardio entirely. Walking, cycling, and swimming are excellent for cardiovascular health and overall calorie expenditure. But if your goal is specifically to boost metabolism, mixing in two or three HIIT sessions per week (alternating short bursts of all-out effort with recovery periods) gives you more metabolic bang for your time.
Protect Your Sleep
Poor sleep doesn’t just make you tired. It changes how your body regulates energy. Sleep-deprived people tend to eat more, move less, and make worse food choices, all of which work against a healthy metabolism. Interestingly, a recent meta-analysis found that short-term sleep deprivation didn’t consistently alter the hunger hormones ghrelin and leptin in the way earlier studies suggested. But the behavioral effects are clear: people who sleep poorly tend to reach for higher-calorie foods and reduce their physical activity the following day, effectively lowering their total daily energy expenditure.
Aiming for seven to nine hours of quality sleep supports the hormonal environment your body needs for muscle recovery, appetite regulation, and consistent energy levels. Keeping a regular sleep schedule, limiting screens before bed, and sleeping in a cool, dark room are the basics that make the biggest difference.
What About Age?
One of the most persistent beliefs about metabolism is that it slows down steadily starting in your 20s or 30s. A landmark 2021 study published in Science challenged that idea. Researchers found that total energy expenditure remains remarkably stable from age 20 to 60, regardless of sex. The real decline doesn’t begin until around age 63, and even then it’s gradual, roughly 0.7 percent per year. By age 90, adjusted total expenditure drops about 26 percent below middle-aged levels.
This means the metabolic slowdown most people blame on aging in their 30s and 40s is more likely explained by losing muscle mass and becoming less active, both of which are modifiable. Staying active and maintaining muscle through resistance training can largely offset the decline that does eventually come.
Small Boosts That Add Up (and Some That Don’t)
Caffeine does increase resting energy expenditure. A dose of about 100 milligrams, roughly one cup of coffee, can raise metabolic rate by 3 to 4 percent temporarily. That’s a real but modest effect, and it’s one reason coffee drinkers may have a slight metabolic edge.
Capsaicin, the compound that makes chili peppers hot, has shown some ability to increase fat burning. In one controlled study, participants who consumed about 2.5 milligrams of capsaicin per meal (roughly a gram of red chili pepper) showed higher fat oxidation compared to control meals. The effect helped counteract the metabolic slowdown that normally happens when you eat fewer calories. It’s a useful addition but not a game changer on its own.
Drinking ice-cold water to “boost metabolism” is one of those tips that’s technically true but practically meaningless. Your body does burn extra energy warming cold water to body temperature, but the total cost is about eight calories per glass. You’d need to drink an absurd amount of ice water to make a dent in your daily burn.
Putting It All Together
The strategies with the biggest metabolic payoff are building and maintaining muscle through resistance training, staying physically active throughout the day (not just during workouts), eating enough protein, and getting adequate sleep. These aren’t quick fixes. They work because they shift the baseline, changing how many calories your body burns 24 hours a day rather than just during a single meal or exercise session. Caffeine, spicy food, and cold water can contribute at the margins, but they’ll never compensate for a sedentary lifestyle or chronic sleep deprivation. Focus on the big levers first.
