How to Help With Water Retention: What Works

Water retention happens when excess fluid builds up in your body’s tissues, causing puffiness, tightness, and that heavy, swollen feeling in your hands, feet, ankles, or legs. The good news is that most mild cases respond well to straightforward changes in diet, movement, and daily habits. Here’s what actually works.

Cut Back on Sodium First

Sodium is the single biggest dietary driver of water retention. It plays a critical role in helping your cells maintain fluid balance, and when you take in too much, your body holds onto extra water to keep sodium concentrations stable. For most people dealing with noticeable swelling, bringing daily sodium intake down to 1,375 to 1,800 mg makes a meaningful difference. That’s considerably lower than the 3,400 mg or more that most people consume on a typical day.

The tricky part is that most excess sodium doesn’t come from the salt shaker. It’s hiding in processed foods, canned soups, deli meats, restaurant meals, sauces, and even bread. Reading nutrition labels becomes essential. When you start tracking, you’ll likely find that a single fast-food meal can blow past a full day’s sodium target. Cooking at home with fresh ingredients is the most reliable way to stay in range.

Balance Your Electrolytes

Sodium doesn’t work alone. Your cells use potassium alongside sodium in a constant exchange: when a sodium ion enters a cell, a potassium ion leaves, and vice versa. This back-and-forth is what regulates how much fluid stays inside and outside your cells. When your potassium intake is low relative to sodium, that balance tips toward fluid retention.

Potassium-rich foods include bananas, sweet potatoes, spinach, avocados, beans, and yogurt. Magnesium also supports the process by helping cells convert nutrients into energy and maintain normal function. Nuts, seeds, dark chocolate, and leafy greens are good sources. Rather than reaching for supplements, getting these minerals through food gives you a broader range of nutrients and is less likely to cause imbalances.

Drink More Water, Not Less

It sounds counterintuitive, but drinking more water can actually reduce water retention. When you increase water intake, it raises your body’s fluid volume temporarily, which increases blood flow through the kidneys and boosts your filtration rate. This drives your kidneys to excrete more sodium, and the excess fluid follows the sodium out. In other words, your body flushes the very thing that was causing it to hold onto water in the first place.

When you’re dehydrated, the opposite happens. Your body senses low fluid levels and starts conserving water by reducing urine output. Staying consistently hydrated, rather than swinging between dehydration and overdrinking, keeps this system running smoothly. Aim for steady intake throughout the day rather than large amounts all at once.

Move Your Body Regularly

Sitting or standing in one position for long stretches is one of the most common causes of fluid pooling in the legs and ankles. Your circulatory system relies on muscle contractions, especially in your calves, to push fluid back up toward your heart. When those muscles are inactive, gravity wins, and fluid accumulates in your lower extremities.

You don’t need an intense workout to counteract this. Walking for 10 to 15 minutes, doing calf raises at your desk, or simply shifting positions frequently can make a noticeable difference. If your job keeps you seated for hours, setting a reminder to stand and move every 30 to 60 minutes helps prevent fluid from settling.

Elevate Your Legs

Elevation uses gravity to your advantage. Position your legs above the level of your heart, prop them on pillows or a cushion, and hold that position for about 15 minutes. Doing this three to four times a day gives your circulatory system repeated opportunities to drain pooled fluid from your lower legs. It’s particularly helpful at the end of the day or after long periods of standing.

Try Compression Garments

Compression stockings apply steady, graduated pressure to your legs, which helps prevent fluid from accumulating in the tissues. They come in different pressure levels measured in millimeters of mercury (mmHg), and the right level depends on how much swelling you’re dealing with.

  • 15 to 20 mmHg (mild support): Best for very early or mild swelling, tired legs, or daily maintenance when retention is minimal.
  • 20 to 30 mmHg (moderate support): Suited for more persistent swelling, post-injury edema, or daily wear when you need a balance of effectiveness and comfort.

Mild compression stockings are available over the counter at most pharmacies. Higher levels typically require a fitting or recommendation from a healthcare provider to ensure they’re applying the right amount of pressure without restricting circulation.

Vitamin B6 and Premenstrual Bloating

Hormonal shifts before your period are a common trigger for water retention, and vitamin B6 has some evidence behind it for this specific situation. A randomized controlled trial in 94 women found that 80 mg of B6 taken daily over three menstrual cycles led to significant reductions in PMS symptoms, including bloating and anxiety. Foods rich in B6 include poultry, fish, potatoes, chickpeas, and fortified cereals. If you’re considering supplementation, keep in mind that high doses of B6 over long periods can cause nerve problems, so staying within reasonable amounts matters.

What About Natural Diuretics?

Dandelion, ginger, parsley, hawthorn, and juniper are all commonly promoted as natural diuretics. The idea is that they make you urinate more, flushing out excess fluid. In theory, that makes sense. In practice, there’s very little research showing these herbs or supplements work well as diuretics in humans. They’re unlikely to cause harm in small amounts, but they’re also unlikely to replace the strategies above. If you’re already adjusting sodium, staying hydrated, and moving regularly, herbal diuretics are adding very little to the equation.

When Swelling Signals Something Serious

Most water retention is benign, caused by diet, inactivity, heat, or hormonal changes. But certain patterns of swelling deserve attention. Swelling that appears suddenly in only one leg can indicate a blood clot, especially if it’s accompanied by warmth, redness, or pain. Swelling that leaves a deep, slow-rebounding dent when you press on it (called pitting edema) can be graded by severity: a shallow 2 mm indent that rebounds immediately is mild, while an 8 mm indent that takes two to three minutes to fill back in signals more advanced fluid buildup that may point to heart, kidney, or liver problems.

Swelling paired with shortness of breath, chest pain, or reduced urine output also warrants prompt medical evaluation. And if your retention doesn’t improve after a couple of weeks of consistent dietary and lifestyle changes, that’s worth investigating, since persistent edema can be an early sign of an underlying condition that needs treatment rather than just self-management.
