The most effective way to improve circulation is regular physical activity, which triggers your blood vessels to widen and stay flexible over time. But exercise is just one piece. What you eat, what you wear on your legs, how you manage temperature, and whether you smoke all play measurable roles in how well blood moves through your body. Here’s what actually works and why.
Why Exercise Is the Single Best Tool
When you move your body, the physical force of blood flowing faster creates friction against the inner walls of your arteries. That friction signals the lining of your blood vessels to release nitric oxide, a molecule that relaxes the smooth muscle surrounding your arteries and veins. The result is wider vessels, lower resistance, and more blood reaching your tissues. This happens locally in the muscles you’re working and systemically across your entire cardiovascular network.
Over weeks and months, regular aerobic exercise makes this effect semi-permanent. Your resting blood pressure drops, your vessels become more elastic, and your body gets better at producing nitric oxide on its own. You don’t need extreme intensity. Brisk walking, cycling, swimming, or any activity that raises your heart rate for 20 to 30 minutes most days of the week is enough to see improvements. Strength training helps too, particularly for pushing blood back up from your legs, where circulation tends to slow down first.
If you sit for long stretches during the day, even short movement breaks matter. Standing up and walking for two to three minutes every hour prevents blood from pooling in your lower legs and keeps the nitric oxide signaling active.
Foods That Open Blood Vessels
Certain vegetables contain high levels of dietary nitrates, compounds your body converts into nitric oxide through digestion. This is the same molecule your blood vessels produce during exercise, and getting more of it through food provides an additional boost to blood flow. Nitric oxide relaxes and widens arteries and veins, improving circulation and oxygen delivery throughout the body.
The richest sources are leafy greens and root vegetables. Arugula tops the list at roughly 480 mg of nitrate per 100 grams. Beetroot, spinach, lettuce, and celery are also excellent sources. Beetroot juice is the most studied form, accounting for an estimated 80 to 90 percent of dietary nitrate intake in clinical research. Pomegranates and watermelon contribute smaller but meaningful amounts. On the other end of the spectrum, peas and Brussels sprouts contain almost none, at about 0.1 mg per 100 grams.
You don’t need a specific dose. Eating a generous serving of nitrate-rich vegetables daily, whether as a salad, a glass of beet juice, or cooked greens, gives your body raw material to produce more nitric oxide between workouts.
How Omega-3 Fats Improve Blood Flow
Omega-3 fatty acids from fish oil change the physical properties of your red blood cells. In studies using about 3 grams of omega-3s daily (the amount in a standard fish oil supplement), red blood cells became significantly more flexible and deformable. This matters because red blood cells need to squeeze through capillaries that are narrower than the cells themselves. Stiffer cells move through slowly; more flexible cells pass through easily.

Higher levels typically require a fitting or prescription to ensure they’re applying pressure correctly.
Using Temperature to Pump Blood
Heat dilates blood vessels. Cold constricts them. Alternating between the two creates a pumping action that moves blood through tissues more actively than either temperature alone. This is the principle behind contrast bath therapy, which has been used in sports medicine for decades.
The basic protocol involves alternating between warm water (roughly 80 to 113°F) and cold water (45 to 72°F). Early research found the most effective ratio was 6 minutes in hot water followed by 4 minutes in cold, repeated for several cycles. You can adapt this in a shower by alternating between warm and cool water for a few minutes each, finishing on cold. Even without precise temperatures, the vascular response still occurs. A warm bath or heating pad followed by a cool towel on your legs achieves a milder version of the same effect.
What Smoking Does to Your Vessels
Tobacco smoke contains more than 7,000 chemicals, many of them toxic. These irritate the cells lining your blood vessels, triggering chronic inflammation that narrows arteries and slows circulation. Nicotine itself constricts blood vessels, reducing blood flow to your hands, feet, and skin. If you smoke and have cold extremities, this is a direct cause.

It doesn’t need to be taken with food, despite the common recommendation.
Citrulline isn’t a replacement for exercise or diet changes. Think of it as a supplement in the literal sense: something that may add a small benefit on top of the fundamentals.
Why Massage Has Limits
Massage is often recommended for improving circulation, and it intuitively makes sense. Pressing on muscles should push blood through them. But when researchers measured blood flow in the femoral artery and vein during professional effleurage massage of the quadriceps, they found no significant increase in arterial or venous blood velocity above resting levels. Light muscle contractions, by contrast, did increase flow.
This doesn’t mean massage is useless. It reduces muscle tension, improves range of motion, and may help with lymphatic drainage. But if your goal is specifically to increase blood circulation, even gentle exercise outperforms hands-on bodywork. A short walk will move more blood through your legs than 30 minutes of massage.
Putting It All Together
The strategies with the strongest evidence share a common thread: they either increase nitric oxide production, reduce blood viscosity, or mechanically assist blood movement. Regular aerobic exercise does all three. Nitrate-rich vegetables and omega-3 fats each target one mechanism through diet. Compression socks handle the mechanical piece. Quitting smoking removes a major source of vascular damage. Temperature contrast and citrulline supplementation offer smaller, supplementary benefits.
If you’re starting from a sedentary baseline, the single highest-impact change is daily movement. Even 20 minutes of brisk walking triggers the vascular adaptations that improve circulation everywhere in your body. Layer in more greens, fatty fish, and compression wear as needed, and the effects compound over weeks.
