How to Increase Hemoglobin: Diet, Supplements & More

The most effective way to increase hemoglobin is to address the nutrient your body is missing, usually iron, folate, or vitamin B12. For most people with mildly low hemoglobin, dietary changes and sometimes supplementation can raise levels noticeably within two to four weeks. Healthy hemoglobin ranges are 13.2 to 16.6 g/dL for men and 11.6 to 15 g/dL for women, so knowing your starting point helps you track progress.

Iron Is Usually the Starting Point

Iron is the central building block of hemoglobin. Without enough of it, your body simply can’t produce functional red blood cells at the rate it needs to. The recommended daily intake varies significantly by age and sex: adult men need about 8 mg per day, while women ages 19 to 50 need 18 mg due to menstrual losses. During pregnancy, that jumps to 27 mg. If you follow a vegetarian or vegan diet, your requirement is roughly 1.8 times higher than someone who eats meat, because plant-based iron is harder for the body to absorb.

Iron in food comes in two forms. Heme iron, found only in animal tissue, is absorbed much more efficiently. Good sources include oysters, clams, mussels, beef, poultry, canned sardines, and liver. Non-heme iron comes from plant foods like lentils, beans, spinach, dark chocolate (at least 45% cacao), potatoes with skin, nuts, seeds, and fortified cereals. Your body absorbs a smaller fraction of non-heme iron, but you can significantly improve that absorption with one simple trick.

Pair Iron With Vitamin C, Avoid These Blockers

Vitamin C dramatically increases non-heme iron absorption. In controlled testing, adding ascorbic acid to a meal containing iron boosted absorption from under 1% to over 7%, roughly an eightfold increase. In practical terms, this means squeezing lemon over spinach, eating strawberries with your oatmeal, or having a glass of orange juice alongside iron-rich meals.

Just as important is knowing what blocks absorption. Tea and coffee contain tannins that bind to iron and reduce how much you take in. Calcium, found in dairy, competes with iron for absorption. Phosphorus and the phytates found in whole grains and legumes also interfere. This doesn’t mean you need to avoid these foods entirely. Just try to separate them from your highest-iron meals by an hour or two. If you take a calcium supplement, don’t take it at the same time as an iron-rich meal or iron pill.

Don’t Overlook Folate and Vitamin B12

Iron gets the most attention, but your body also needs folate and vitamin B12 to produce red blood cells. These two nutrients are essential for the DNA synthesis that drives the creation of hundreds of billions of new red blood cells every day. When either is deficient, developing red blood cells die prematurely in the bone marrow before they ever reach your bloodstream. The result is a type of anemia where cells are abnormally large and few in number.

Folate is abundant in dark leafy greens, legumes, citrus fruits, and fortified grains. Vitamin B12 is found almost exclusively in animal products: meat, fish, eggs, and dairy. People following a strict vegan diet are at particular risk of B12 deficiency and typically need a supplement. Adults over 50 also absorb B12 less efficiently from food and may benefit from supplementation. If your hemoglobin is low and your iron levels look normal on blood work, a B12 or folate deficiency is a common explanation.

When Supplements Are Needed

If your hemoglobin is significantly low or you can’t get enough iron through diet alone, your doctor may recommend an iron supplement. Therapeutic doses typically range from 100 to 200 mg of elemental iron per day, depending on how depleted your stores are. The confusing part is that the number on the bottle doesn’t match the actual iron content. A 300 mg ferrous sulfate tablet contains only 60 mg of elemental iron, while a 300 mg ferrous fumarate tablet contains 100 mg. Your provider can help you choose the right form and dose.

Iron supplements are notorious for causing stomach upset, constipation, and nausea. Taking them with a small amount of food (paired with vitamin C) can ease side effects, though taking them on an empty stomach improves absorption. Some people do better splitting the dose or switching to a different formulation. The key is consistency over weeks, not finding the perfect single dose.

How Quickly Hemoglobin Rises

Once you start addressing the deficiency, you can expect to see hemoglobin begin rising within two to four weeks. That initial bump is encouraging, but it doesn’t mean your iron stores are replenished. Even after hemoglobin returns to the normal range, continuing iron treatment for an additional six months is generally recommended to rebuild the deeper reserves your body draws from (measured by a blood marker called ferritin). Stopping too early is one of the most common reasons people end up anemic again a few months later.

Lifestyle Factors That Affect Hemoglobin

Your body adjusts hemoglobin production based on how much oxygen your tissues demand. Living at or training at high altitude triggers a natural increase in hemoglobin because thinner air contains less oxygen. The body responds by reducing plasma volume for a quick short-term boost, then gradually producing more red blood cells over weeks. This is why endurance athletes sometimes train at elevation. You don’t need to move to the mountains, but regular aerobic exercise does support healthy red blood cell turnover.

Staying well hydrated matters too, though not in the way people expect. Dehydration concentrates your blood and can make hemoglobin appear falsely high on a test, while overhydration dilutes it. Neither changes your actual red blood cell mass. Consistent hydration just ensures your blood test reflects reality.

When Low Hemoglobin Isn’t About Diet

Sometimes hemoglobin stays stubbornly low despite good nutrition. Non-dietary causes include chronic kidney disease (the kidneys produce the hormone that signals red blood cell production), hypothyroidism, inflammatory bowel disease, celiac disease (which impairs nutrient absorption), rheumatoid arthritis, and other chronic inflammatory conditions. Blood loss is another major cause, whether from heavy periods, digestive tract bleeding due to ulcers or hemorrhoids, or frequent blood donation.

More serious conditions like aplastic anemia, leukemia, sickle cell disease, and thalassemia also lower hemoglobin through different mechanisms. If you’ve been supplementing for several weeks without improvement, or if your hemoglobin is dropping without an obvious explanation, further testing can identify whether something beyond a nutritional gap is at play.

Too Much Iron Is Also a Problem

It’s worth knowing that pushing iron levels too high carries its own risks. Iron overload can damage the liver, contribute to diabetes, and in severe cases lead to heart failure. A condition called hemochromatosis causes the body to absorb and store excess iron, and it’s more common than many people realize. Supplementing iron without confirmed deficiency is not a good idea. A simple blood test checking both hemoglobin and ferritin gives you the full picture of whether you actually need more iron, or whether the cause of your low hemoglobin lies elsewhere.
