A flat stomach comes down to three things: reducing the fat stored around your midsection, minimizing bloating, and maintaining posture that keeps your abdomen from pushing forward. No single habit handles all three, but the right combination of diet, movement, sleep, and stress management covers them effectively.

The Two Types of Belly Fat

Not all stomach fat behaves the same way. Subcutaneous fat sits just under your skin. It’s the soft, pinchable kind that creates love handles and muffin tops. Visceral fat lives deeper, surrounding your organs inside the abdominal cavity. Visceral fat makes your belly firm to the touch and pushes outward, creating what’s often called an apple shape or beer belly.

Visceral fat is the more stubborn of the two, but it’s also more metabolically active, which means it responds well to changes in diet and exercise. It’s also the more dangerous kind. Excess visceral fat releases fatty acids directly into your liver, impairing how your body regulates glucose and insulin. Reducing it does more than flatten your stomach; it improves nearly every metabolic marker your doctor tracks.

Why Crunches Won’t Flatten Your Stomach

The idea that you can burn fat from a specific body part by exercising that area is one of the most persistent fitness myths. A 2021 meta-analysis of 13 studies involving more than 1,100 participants found that training a specific muscle group had no effect on fat deposits in that area. A separate 12-week trial found no greater reduction in belly fat among people who added an abdominal resistance program to their diet compared to those who only changed their diet.

Core exercises strengthen muscles, which matters for posture and stability. But they don’t selectively melt the fat sitting on top of those muscles. Fat loss happens across your whole body, driven by an overall energy deficit and hormonal shifts, not by which muscles you’re working.

What to Eat for a Flatter Midsection

Prioritize Fiber

Soluble fiber, the kind found in oats, beans, lentils, apples, and flaxseed, has a direct effect on visceral fat. A Wake Forest Baptist study found that for every 10-gram increase in daily soluble fiber intake, visceral fat decreased by 3.7 percent over five years. That’s a meaningful reduction from a relatively small dietary change. Ten grams of soluble fiber looks like a cup of black beans plus an apple plus a quarter cup of oats.

The federal dietary guidelines recommend about 14 grams of total fiber per 1,000 calories you eat, which works out to roughly 25 to 35 grams a day for most adults. Over 90 percent of women and 97 percent of men fall short of that target. If your current fiber intake is low, increase it gradually over a week or two to avoid gas and cramping as your gut adjusts.

Watch Your Sodium

Even when body fat is under control, excess sodium can make your stomach look and feel puffy. Research from Harvard Health found that high-sodium diets increased the risk of bloating by about 27 percent compared to low-sodium versions of the same meals. Sodium causes your body to retain water in the spaces between your cells, and the abdomen is a common place for that fluid to accumulate. Processed foods, restaurant meals, canned soups, and deli meats are the biggest contributors. Cooking more meals at home and seasoning with herbs, spices, and citrus instead of salt is one of the fastest ways to reduce visible bloating within days.

Reduce Refined Carbohydrates and Added Sugar

When you eat more sugar and refined carbs than your body can use immediately, your liver converts the excess into triglycerides, a form of fat that gets preferentially stored in the abdominal area. This process is amplified when insulin levels are chronically elevated, which happens with regular blood sugar spikes from sugary drinks, white bread, pastries, and processed snacks. Swapping these for whole grains, vegetables, and protein-rich foods keeps blood sugar steadier and reduces the signal that tells your body to store fat around your midsection.

How Stress Drives Belly Fat Storage

Cortisol, the hormone your body releases during stress, triggers your liver to release glucose and converts excess energy into triglycerides that are stored preferentially in abdominal tissue. That alone is enough to thicken your waistline over time. But the problem compounds: visceral fat itself contains a concentration of enzymes that convert inactive cortisone into more cortisol, creating a self-reinforcing cycle. More belly fat produces more cortisol, which stores more belly fat.

Chronic stress also promotes insulin resistance, making it easier for your body to store calories as fat rather than use them for energy. Your cells stop responding efficiently to insulin’s signals to absorb glucose from your bloodstream, so that glucose gets converted to fat instead. This is why people under prolonged stress often gain weight around the middle even without eating more. Regular stress-reducing practices like walking, deep breathing, time outdoors, or any activity that genuinely helps you decompress can interrupt this cycle at the hormonal level.

Sleep Changes Where Fat Goes

Short sleep doesn’t just make you hungrier. It changes the physical location of fat storage. A Mayo Clinic study compared participants sleeping four hours per night to those sleeping nine hours, tracking body composition and fat distribution over the study period. The sleep-restricted group gained visceral fat specifically, not just overall body fat. This held true even when calorie intake was controlled for.

Poor sleep disrupts the hormones that regulate appetite and fat metabolism, tilting the balance toward abdominal fat accumulation. If you’re doing everything else right but consistently sleeping under six hours, your midsection will likely show it. Seven to nine hours is the range most adults need, and consistency matters more than occasional catch-up nights on the weekend.

Exercise That Actually Reduces Belly Fat

Since spot reduction doesn’t work, the most effective exercise for a flatter stomach is whatever creates the largest overall energy deficit and metabolic response. Resistance training builds lean muscle, which raises your resting metabolic rate, meaning you burn more calories even at rest. Compound movements like squats, deadlifts, rows, and presses engage large muscle groups and demand significant energy.

Cardiovascular exercise also contributes, and higher-intensity intervals may offer specific advantages for abdominal fat. Interval training stimulates greater hormonal responses linked to fat mobilization, which could explain why some studies show preferential visceral fat loss with this approach compared to steady-state cardio at the same total calorie burn. A practical approach is combining two to three days of strength training with two to three sessions of moderate to vigorous cardio each week. The best program is one you’ll actually stick with for months, not weeks.

Posture Can Make or Break Your Profile

Some people with relatively low body fat still look like they have a protruding stomach, and the culprit is often posture. Anterior pelvic tilt, a condition where the pelvis rotates forward and the lower spine curves excessively, pushes the abdomen outward. It’s extremely common in people who sit for long hours. The pattern involves tight hip flexors and lower back muscles paired with weak glutes and abdominals.

Correcting this tilt can visibly flatten your stomach without losing a single pound. The key is strengthening the weak muscles (glutes, hamstrings, and deep abdominals) while stretching the tight ones (hip flexors and lower back). Glute bridges, squats, posterior pelvic tilt exercises, and hip flexor stretches performed consistently over several weeks can shift your pelvic alignment noticeably. Standing up from your desk every 30 to 60 minutes throughout the day also helps prevent the tightness from resetting.

Reducing Bloating Day to Day

Bloating can add inches to your waistline temporarily, and for many people it’s the most frustrating variable because it fluctuates daily. Beyond sodium, common triggers include carbonated drinks, sugar alcohols found in “sugar-free” products, eating too quickly (which causes you to swallow air), and large meals that overwhelm your digestive capacity. Eating smaller, more frequent meals and chewing thoroughly are simple fixes that work for most people.

Certain foods are well-known gas producers: beans, cruciferous vegetables like broccoli and cauliflower, onions, and dairy (if you’re even mildly lactose intolerant). This doesn’t mean you should avoid them entirely, especially high-fiber foods, but introducing them gradually and pairing them with adequate water intake helps your gut adapt. Staying well-hydrated actually reduces water retention, counterintuitively, because your body holds onto less fluid when it’s getting a consistent supply.
