A lean bulk is a controlled caloric surplus paired with resistance training, designed to build muscle while keeping fat gain to a minimum. The sweet spot is eating 5 to 20% more calories than your body burns daily, which translates to gaining roughly 0.25 to 0.5% of your body weight per week. Unlike a traditional bulk where you eat everything in sight, a lean bulk requires more precision with your food, your training, and how you track progress.
Setting Your Caloric Surplus
The foundation of a lean bulk is a modest caloric surplus. Research on resistance-trained individuals found a clear relationship between the size of the surplus and increases in skinfold thickness (a proxy for body fat). The recommendation: aim for 5 to 20% above your maintenance calories, scaled to your experience level. If you’ve been lifting seriously for several years, stay closer to the 5 to 10% range because advanced lifters build muscle more slowly. If you’re relatively new to structured training, you can push closer to 20% and still put on lean mass efficiently.
To find your maintenance calories, multiply your body weight in pounds by 14 to 16, depending on how active you are outside the gym. A 170-pound person with a moderately active lifestyle might maintain at around 2,550 calories. A 10% surplus would put them at roughly 2,800 calories per day. As a practical ceiling, aim to gain no more than about one pound per week. If the scale is climbing faster than that, you’re likely adding more fat than muscle.
How to Split Your Macronutrients
Calories matter most, but where those calories come from shapes your results. Protein is the priority. The International Society of Sports Nutrition recommends 1.4 to 2.0 grams of protein per kilogram of body weight daily for active individuals, with research suggesting that trained lifters likely need at least 1.6 g/kg and may benefit from closer to 2.0 g/kg. For a 170-pound (77 kg) person, that’s roughly 125 to 155 grams of protein per day. Some research has explored intakes as high as 3.4 g/kg, finding potential body composition benefits, but for most people 1.6 to 2.2 g/kg is a practical and effective range.
Carbohydrates should make up the largest share of your remaining calories, around 55 to 60% of total intake. Carbs fuel your training sessions and replenish muscle glycogen, which directly supports the intensity you need to stimulate growth. Fats should account for about 15 to 20% of total calories. Dropping below that range can interfere with hormone production, so don’t skimp on fats to squeeze in more carbs or protein.
For that same 170-pound person eating 2,800 calories, a practical split might look like: 150 grams of protein, 385 to 420 grams of carbohydrates, and 50 to 60 grams of fat.
Training for Muscle Growth
A caloric surplus without the right training stimulus just makes you gain fat. Hypertrophy-focused resistance training is what signals your body to use those extra calories for building muscle tissue. The key variable is volume: the total number of hard sets you perform per muscle group each week.
Research from the University of New Mexico suggests performing 4 to 6 sets per exercise, with sets taken close to fatigue. Beyond that range, gains tend to plateau and may even regress from overtraining. Most practical programs hit each muscle group with 10 to 20 total sets per week, spread across two or more sessions. Training a muscle group twice per week gives you two spikes in muscle protein synthesis instead of one, which matters when you’re trying to maximize growth over time.
Progressive overload is non-negotiable. This means gradually increasing the weight, reps, or sets over weeks and months. If your training logs look the same month after month, your body has no reason to build new tissue regardless of how much you eat.
Cardio Without Killing Your Gains
You don’t need to abandon cardio during a lean bulk, but you do need to be strategic. Too much cardio burns through the surplus you’re eating to grow. Around 60 to 75 minutes per week at a moderate intensity is enough to maintain cardiovascular health without meaningfully cutting into your recovery or calorie balance. That might look like two or three 25-minute sessions of brisk walking, cycling, or light jogging.
If you enjoy more cardio than that, simply account for the extra energy expenditure by eating slightly more. The goal is to stay in a net surplus after all activity is factored in.
Nutrient Timing: What Actually Matters
There’s a persistent belief that you need to consume protein within a narrow window immediately after training. A meta-analysis published in the Journal of the International Society of Sports Nutrition found that immediate post-workout protein (within one hour) did not significantly enhance strength or muscle gains compared to consuming protein at other times. The total amount of protein you eat across the day matters far more than when you eat it.
That said, spreading your protein across three to five meals makes it easier to hit your daily target and keeps amino acids available for muscle repair throughout the day. If you train fasted first thing in the morning, having protein relatively soon after makes more practical sense than waiting hours. But obsessing over a 30-minute “anabolic window” is unnecessary.
Tracking Progress Beyond the Scale
The scale alone can’t tell you whether you’re gaining muscle or fat. You need additional data points to verify your lean bulk is working.
- Waist circumference: Measure around your waist between the bottom of your ribs and the top of your hips. If your waist is growing significantly faster than your body weight, you’re likely adding too much fat. A slowly increasing or stable waist measurement alongside steady weight gain is a good sign.
- Skinfold calipers: These measure the thickness of fat underneath the skin at specific sites on your body. Taken consistently every two to four weeks, they can estimate changes in body fat percentage over time.
- Bioelectrical impedance scales: These send a small current through your body to estimate fat versus lean mass. They’re not highly accurate on any single reading, but they can track trends if you measure at the same time of day, under similar conditions, and well-hydrated. Dehydration causes them to overestimate body fat.
- Strength progress: If your lifts are going up consistently, you’re almost certainly adding muscle. Strength gains are one of the most reliable indirect indicators that a bulk is working.
Weigh yourself daily at the same time (typically first thing in the morning) and use a weekly average to smooth out fluctuations from water, food volume, and sodium intake. Compare weekly averages over the course of a month rather than reacting to any single day.
Creatine: The One Supplement Worth Taking
Most supplements marketed for bulking don’t have strong evidence behind them. Creatine monohydrate is the major exception. It increases the energy available to your muscles during high-intensity efforts, allowing you to push harder in training and recover faster between sets.
The standard approach is a loading phase of 20 to 25 grams per day for five to seven days, followed by a maintenance dose of 3 to 5 grams daily. If you’d rather skip loading, taking 3 to 5 grams per day for at least four weeks will also saturate your muscle stores. Some evidence suggests that doses above 5 grams per day during maintenance may further support lean mass gains, though 3 to 5 grams is effective for most people.
How Long to Stay in a Surplus
A lean bulk typically runs for 12 to 16 weeks or longer, depending on your starting point and goals. Shorter bulks don’t give your body enough time to accumulate meaningful muscle. Longer bulks work well as long as fat gain stays controlled.
If your body fat starts creeping to a level where you’re uncomfortable or your waist measurements are rising disproportionately, it’s reasonable to transition into a brief maintenance phase or mild deficit before resuming. Many experienced lifters cycle between lean bulking phases and short “mini-cuts” of four to six weeks to stay relatively lean year-round while still making progress over time.
