Water retention happens when excess fluid builds up in your body’s tissues, causing puffiness, bloating, and sometimes noticeable swelling in your hands, feet, or ankles. The good news: most cases of mild fluid retention respond well to straightforward changes in what you eat, how you move, and how you manage stress. Here’s what actually works and why.

Why Your Body Holds Onto Water

Your cells maintain water balance through a constant exchange of sodium and potassium. Tiny pumps in every cell membrane push three sodium ions out for every two potassium ions they pull in, and water follows wherever sodium goes. When sodium levels rise in the fluid outside your cells (from a salty meal, for example), water shifts out of your cells to dilute it. That extra fluid in your tissues is what you feel as puffiness and bloating.

Hormones add another layer. Aldosterone tells your kidneys to reabsorb sodium, and water passively follows to maintain balance. Cortisol, the stress hormone, mimics aldosterone when it stays elevated for long periods, binding to the same receptors in your kidneys and promoting sodium retention. For women, progesterone normally acts as a natural diuretic by blocking aldosterone. When progesterone drops before your period or during menopause, that protective effect disappears and fluid accumulates more easily.

Carbohydrates also play a role. Your body stores carbs as glycogen in your muscles and liver, and each gram of glycogen binds roughly 3 to 4 grams of water. This is why a carb-heavy weekend can add several pounds on the scale overnight, and why low-carb diets produce dramatic early weight loss that’s mostly water.

Cut Back on Sodium

Reducing sodium intake is the single most effective dietary change for water retention. The World Health Organization recommends less than 2,000 mg of sodium per day (about one teaspoon of salt), but the global average intake is 4,310 mg, more than double that limit. Most of the excess comes not from the salt shaker but from processed and packaged foods: bread, deli meats, canned soups, sauces, cheese, and restaurant meals.

You don’t need to eliminate sodium entirely. Your body needs it. But cutting from a typical intake down toward 2,000 mg makes a noticeable difference in fluid levels within a few days. Start by reading labels. Anything above 600 mg per serving is high. Swap canned vegetables for frozen, rinse canned beans, and season with herbs, citrus, or vinegar instead of salt.

Eat More Potassium-Rich Foods

Potassium directly counteracts sodium’s fluid-retaining effects. It helps your kidneys excrete more sodium through urine, which pulls water out with it. Most people don’t get enough. Rather than focusing on a specific number, the practical move is to add potassium-rich foods to meals you’re already eating.

The best sources include bananas, potatoes (with the skin), sweet potatoes, spinach, avocados, white beans, yogurt, salmon, and dried apricots. A baked potato with skin has roughly twice the potassium of a banana. Coconut water is another easy option. If you have kidney problems, check with your doctor before significantly increasing potassium, since your kidneys may not clear the excess efficiently.

Stay Hydrated (Yes, Really)

It sounds counterintuitive, but drinking more water can reduce water retention. When you’re dehydrated, your body responds by holding onto fluid as a protective measure. Consistent water intake signals that there’s no shortage, and your kidneys release more fluid through urine. There’s no magic number for how much to drink. Pale yellow urine throughout the day is a reliable indicator that you’re well hydrated.

Move Your Body

Physical activity reduces fluid retention in two ways. First, it increases blood flow and helps your lymphatic system, which is responsible for draining excess fluid from tissues, do its job. Unlike your circulatory system, your lymphatic system has no pump. It relies on muscle contractions to move fluid along. Sitting or standing in one position for hours lets fluid pool in your lower legs and feet.

Second, exercise makes you sweat, which directly removes sodium and water. Even a 20 to 30 minute walk can make a difference if you’ve been sedentary.
